Has "ugly" killed female professional bodybuilding?

Here's a quick summary

The decline of women's bodybuilding

A long, long time ago, there was only one category for men who wanted to compete in body sports: bodybuilding. And the same was true for women.

Today, women can compete in the bikini class, the fitness class, the physique class and the bodybuilding class. The posing and the necessary requirements in terms of body development are different in each class, but the main difference is obvious: the size of the muscles.

But something has changed in 2015: The Ms. Olympia title was no longer awarded. It was removed from the program.

Let's look back to 2005, when the IFBB introduced the infamous "20 percent rule". In a memo, they asked female bodybuilders to reduce their amount of muscle mass by 20%. They didn't say, "Ladies, would you please reduce the amount of steroids?" or "The audience is shrinking because many people - and even bodybuilding fans - say you look kind of gross." But the message was clear.

The question is whether it was the muscularity that was the problem or - for lack of a kinder expression - the "man face", as this masculine facial expression is also known in bodybuilding.

It's time to show your true colors

There has been a lot of teasing about the facial features that some female bodybuilders display when they are in competition shape.

Sunken eyes, veins on the forehead, a sharply defined jawline, a larger nose and a general coarseness to their dark orange skin that made the stowage of an oil tanker look silky - and this also matched the sound of their voices.

Such discussions tend to be quite unfriendly.

Inevitably, there will be those who react quite defensively to this topic, which is especially true if they are happy to be one of those women out there on stage.

But the truth is painful.

That doesn't mean I necessarily have to say it, but then we'd be ignoring something that virtually every one of those giant pink Amazons in the room displays: a male face.

It's a trending topic in light of the cancellation of both the Ms. International and Ms. Olympia competitions. Could this state of affairs potentially be part of what's contributing to the decline of women's bodybuilding?

"It's not a beauty contest," we hear them say. But that's not entirely true.

Bodybuilding is all about beauty. It's only when we move away from beauty that we get compromised aesthetics, poor symmetry and big bellies.

As far as women are concerned, bodybuilding has been beaten with an ugly stick. And now women's bodybuilding is disappearing.

Does femininity attract fans?

When Corey Everson was Ms. Olympia from 1984 to 1989, the competition was often held at a sold-out Madison Square Garden in front of an enthusiastic crowd. Thirty years later, it's a sideshow at the Olympia Expo - or at least it was.

At first glance, this makes me a bigoted misogynist, but that's exactly how it was. It's not my fault that women's bodybuilding is disappearing, I'm just describing what happened.

There is no shortage of men who can't wait to give their opinions on femininity and how female bodybuilders have destroyed it and ultimately their sport.

No matter how true this may seem, in reality, no man has the right to say this. Personal femininity is defined by each woman for herself - even if what she looks at in the mirror has developed the face of a man - beard shadow and all.

Even the most seemingly gnarly women have an aspect of femininity. As long as she has a mu-mu and all X chromosomes, she could look like one of those old Indian characters from American tobacconists like Cameron Diaz, while there's still a trace of that somewhere that makes her feel like a woman.

But clearly there is a general consensus about what we consider feminine, attractive, admirable, etc.. It is these attributes that attract an audience willing to support women's bodybuilding.

Say what you will, the fact remains that the Ms. Olympia competition in the late eighties could fill large halls, while the Ms. Olympia competition of today has breathed its last. You can't argue with history.

Issues of femininity aside, a bodybuilder with exceptional muscle development could be smoking hot if her face wasn't completely ruined.

Ruined faces, shrinking audience

The level of muscularity and the pursuit of it has created a face and body image that is no longer sufficiently attractive to be supported by the public.

The declining interest is what led the IFBB to cancel the top two events in women's bodybuilding. Obviously - among other undesirable attributes - there were a lot of ruined faces up there.

If the Ms. Olympia top 10 had featured a set of faces that looked like the faces in the bikini class, the Ms. Olympia competition might still be alive today.

And if the top 10 of every competition in the bikini class had the faces of bodybuilders, then this type of competition would quickly come to an end.

I'm not saying that professional bodybuilders are ugly. That's such an ugly word. What I am saying is this: the Cory Everson era female bodybuilder that used to fill big gyms would probably be competing in the figure class today.

In the course of this evolution, the IFBB created the Bikini Class, the Fitness Class, the Figure Class and the Physique Class, gradually paving the way for female bodybuilders to put more and more distance between themselves and what is achievable and desirable.

And they have done a great job. They have literally done away with the Ms. Olympia title with their freakish looks.

What exactly is a so-called "man face"?

Prolonged hormone abuse tends to cause women's ears, nose, eyebrows and jaw to grow, promoting a masculine appearance to their face. But that's not the whole story.

What transforms a previously pretty and undoubtedly feminine face into a "man face"? Apart from hormones, there are a whole range of other factors.

Each one of these factors on its own is not necessarily a threat to the female facial features, but when all of these factors come together - as is the case with competitive bodybuilders - a woman can end up with a face that is an absolute knockout - which was literally the case for the Ms. Olympia competition.

The general structure of women's skin is inherently thinner than men's and also contains less collagen. This is also the reason why women tend to age less gracefully than men.

The older a female bodybuilder is, the greater her susceptibility to developing a "man face". The rapid aging of a woman's skin is the foundation upon which the development of an increasingly gnarled "man face" is built, while the other contributing factors accumulate over the course of a bodybuilder's career. This puts a lot of strain on their face.

A diet that is strict enough to make streaks visible on a woman's leg flexors will also negatively affect her facial features. One would have to travel back in time to Auschwitz to see more frightening manifestations of facial architecture.

Such repeated forays into the land of definition to the bone will dig deep furrows in a woman's face that no amount of residual saline will ever fill.

Facial hair is a direct result of some of the hormones that female bodybuilders use. Some female bodybuilders shave, others use lasers, but the fact remains that it's there.

Probably Mother Nature's cruelest joke is that the more male hormones a woman uses, the more of it her body will turn into DHT, which docks onto follicle receptors and causes androgenetic hair loss.

If only the hair that is meant to grow on the face would grow on the head. Who says God doesn't have a sense of humor?

Take the omnipresent wig, add a shadow of beard to the deep furrows where cheeks once were and you're approaching the kind of face not even a mother would love. But it can get worse.

Sebum is a skin oil that we secrete that makes the skin soft and supple. Men tend to secrete more sebum than women, but when a woman reaches menopause, her skin literally dries out.

This makes the skin appear coarser and drier as a woman ages. Adding testosterone to a woman mimics the signs of menopause - reduced sebum production being one of them.

Women who use male hormones will secrete less sebum and therefore have drier, often older-looking skin. Remember that women already have less collagen in their skin to begin with. Combine this with their thinner skin and less sebum, add male hormones and the condition worsens.

Basically, we have a situation where women are naturally predisposed to dry, rough, thin skin as they age.

Enhancing these characteristics with anabolic and other artificial agents will make the face even thinner and more emaciated.

Add to this extreme dieting and there is little hope of avoiding a man face. Add all these detrimental effects together and you have the perfect recipe for something most people find abhorrent.

When you consider the paltry pittance that even the winners of the TOP IFBB shows were rewarded with and the painful impediment to their beauty, one can only speculate as to why women do this to themselves.

Could fetishism save women's bodybuilding?

Interestingly, there is a subculture that finds these extreme cases of masculinized women attractive and desirable. In America, these men are also known as "Schmoes" - men who sexually fetishize female bodybuilders.

I used to look at these men who book female bodybuilders for private posing sessions, wrestling matches and other kinkiness with disdain for their perverted nature. But because of the female bodybuilders out there who are intent on pushing the boundaries further, I'm going to change my mind.

These guys have managed to save the appearance of elite women's bodybuilding....

Since 2015, there has been a new competition for professional female bodybuilders called Rising Phoenix. Promoted by Tim Gardner and financially supported by the "Schmoes", this show offers former professional female bodybuilders the opportunity to boost their bank account with prize money of $50,000 plus a Jeep worth $55,000. This beats the top Olympia prize money in its heyday.

Looks like you can make a nice chunk of money with a Man Face. And that's a very good thing.

We all deserve the opportunity to pursue our goals and aspirations. And it's always nice to have a place where you can showcase yourself and get recognition for your efforts.

It doesn't matter if the masses accept it as long as enough people support it.

If such promotions continue and women's bodybuilding is supported by fans, then this will be proof that it is indeed not a beauty contest and the women who are so inclined can just do it.

The pump: broscience or legitimate muscle images?

The scientific research is in and the muscle pump can really make a difference. Find out how much it can help improve your muscle gains. This article includes a complete pump maximizing training plan.

Is the pump garbage or is it worth the time? That is the question

In the past, I completely ignored the pump. I thought it was a complete waste of time to strive for it and that the supposed benefits were pure broscience. Whenever someone asked me if the pump was worth paying attention to, I always tooted the same horn:

Stick to progressive overload and don't bother with the pump.

Recently, however, I've learned that there is an appreciable amount of scientific research supporting the value of pump sets. Over the past decade, evidence has accumulated to support the theory that blood flow is an important regulator of glucose uptake into muscle tissue. There is also scientific research suggesting that blood flow influences muscle protein synthesis. It does this by increasing the transport of free amino acids into the muscle cells. This in turn stimulates the synthesis of protein.

This notion is supported by the strong correlation between blood flow and fractional synthesis rate (FSR).

"In summary, the results of our study show that net protein synthesis during amino acid administration can be doubled by prior performance of heavy resistance training. Furthermore, the data suggest a link between the stimulation of protein synthesis after exercise and an acceleration of amino acid transport. The higher rate of transport after exercise may be due to an increase in blood flow." (1)

To make a long story short, extended pump sets increase blood flow to muscle tissue, which obviously creates the potential for an increase in muscle tissue due to the impact on protein synthesis.

The pump as a training tool

So we have established that the pump is indeed a useful training tool, but it should be emphasized that hypertrophy (the muscle building process) is a very complex process that requires a variety of methods if maximum gains in muscle mass are the goal. Scientific research shows us that the pump creates a potential for more muscle mass, but it is not the only muscle building mechanism.

If you were to train only for pump and ignore all other research on the muscle building process, you would be unlikely to build significant amounts of muscle mass. Pump should be used in combination with other muscle building tools and not instead of them. Think of the pump as a muscle building enhancer and not the primary stimulus for building muscle.

The human body is very efficient when it comes to adapting to an external stimulus. If you started your training with 45 kilos on the bench press and never increased the weight because you only focused on pump sets, then it is likely that you built some muscle mass during the first few months. However, from the point at which the adaptations to these specific demands are complete, the gains will slow down dramatically.

How do we know this? Let's look at the scientific evidence. I want you to draw your own conclusions from the following information.

The SAID principle

The SAID principle, which stands for specific adaptations to demands, is something very real. If you don't continue to challenge your body in new and more intense ways, your muscles will have no reason to grow. You can of course continue to use the same weight and perform more sets or repetitions, but this approach has its limits.

It is theoretically possible to start with 45 kilos on the bench and only increase the number of sets and repetitions you perform. For example, a trainee could start with 5 sets and perform as many repetitions as possible. This would be a good starting point and would probably lead to a muscle pump.

Additional sets could be added later. More reps per set could also be performed, but it would probably only take a few months for a bench press program like this to reach critical mass. By this I mean that once you are doing 8, 9, or 10 sets with as many reps as possible, it becomes extremely difficult to add more sets and reps. You will either run out of time or energy.

At this point, descending sets, rest-pause training or other advanced training techniques could be used. But if you follow this path and only chase the pump, then there is only a finite amount of volume/increasing sets, etc. you can add before you reach your limits (if you don't want to spend 2-3 hours a day in the gym chasing the pump).

How long would it take you to reach your limits when it comes to increasing intensity while staying at the same weight? Probably not long, unless you're superhuman or rich and independent and don't mind working out for hours at a time. Even in extreme cases where a trainee is only looking for extra sets, they would have to shift their focus to progressive overload at some point during their first year of training. Increasing the number of sets and repetitions is not possible indefinitely. At some point a limit is reached. Progressive overload, on the other hand, can be pursued practically indefinitely.

It is certainly possible to work your way up to 15 sets of bench presses with 45 kilos. Would this build muscle? Yes, of course. Would you build muscle at an optimal rate? Most likely not. A stronger muscle is a bigger muscle. Wouldn't it be better to use the pump in combination with progressive overload? I think the answer is obvious. The scientific data on muscle hypertrophy supports this conclusion.

If you have reached that set and volume limit and cannot perform more work due to a lack of time or energy, your gains will slow substantially because the stimulus will not change. The body will adapt and without new challenges, gains will be minimal. Either that, or the body will eventually break down due to the brutality of this extremely high volume of training.

When I look at the finite nature of increases in volume in light of the SAID principle, I realize that the pump must be used in combination with other hypertrophy methods and not as the sole training tool. If you want to abandon all other gold standards of muscle building like progressive overload and just find more creative ways to rechallenge your body using the same weight, I'd love to see you get any substantial results with this.

Where are all the weak bodybuilders? There aren't any. I've never met a strength athlete with any significant muscle mass who didn't also have a substantial amount of strength. This doesn't mean that these exercisers are necessarily as strong as powerlifters, but these guys are certainly significantly stronger than when they started their training careers.

You'll often hear experienced trainers talk about chasing the pump instead of talking about heavy weights. Jay Culter, for example, is one of them.

Let's put Jay's statements about pump into perspective by looking at his overall strength levels. In a 2014 article, Jay Cutler makes the following statement (2):

"My best flat bench press performance was 2 reps at 550 pounds."

"I remember being able to do squats at 19 with almost 700 pounds for a few reps and those were very deep squats."

"I've done 8 to 10 (reps) with 405 pounds and I can do 10 reps with 365 pounds in each of my back training sessions." Note: Jay Cutler was talking about his barbell rowing strength here.

Neither Arnold Schwarzenegger nor Frank Zane were weak. Arnold had Herculean strength and I had the pleasure of speaking with Mr. Olympia Frank Zane himself about his early strength training days. He was very strong before he switched to a pump-focused method of training.

Each of these Mr. Olympia contestants, even though they focused on the pump later, had built an amazing strength base beforehand. What does this tell us? Strength plays a critical role in muscle development and should be combined with pump for maximum results.

Over the past 28 years, I have had the opportunity to speak with hundreds of muscular exercisers. These individuals have included steroid-free professionals, top-level fitness models and even Ms. Olympia competitors. Despite the fact that many of them made similar statements such as "I don't focus on heavy weights or chase personal bests," each of these exercisers was amazingly strong.

What is going on here? The answer, in my opinion, is simple. Each of these strength athletes has built a muscle base using some form of progressive overload. When the demands of training with heavy weights began to punish them physically, they looked for ways other than straight-line progression to challenge their bodies.

By and large, the concept of intensity periodization has yet to catch on in the field of bodybuilding. As a result, it is common to see experienced exercisers moving away from focusing solely on progressive overload. They need to do this to protect their bodies from excessive wear and tear.

It should be noted that these bodybuilders and figure athletes are still moving significantly more weight during their pump sets than most of us use during our heavy sets. Everything is relative and this reality should not be ignored.

The "other" science of muscle building

The muscle pump is far from the only training tool supported by scientific research. Science also tells us that the following are important aspects of hypertrophy:

  • Heavy sets (80 to 85% of maximum weight for one repetition), which recruit maximum amounts of muscle fibers from the first repetition
  • Progressive overload (increases in strength) (3)
  • Maximum sets (sets in which as many repetitions as possible are performed (4)

The repetition range from 5 to 8 repetitions

Heavy sets will recruit maximum amounts of muscle fibers simply because of the weight involved. Scientific research shows that sets with 80 to 85% of the maximum weight for one repetition (which corresponds to a repetition range of 5 to 8 repetitions) tend to recruit a near-maximal amount of muscle fibers. Simply put, nearly every repetition will involve maximal muscle fiber recruitment.

It should also be noted that of the two types of muscle fibers (Type I & II), Type II fibers generate the most force and have the greatest potential for growth. Type II fibers also require a substantial amount of weight to be activated, making sets with heavy weights and low repetitions a muscle building tool you can't do without.

Type II muscle fibers are made up of the following 2 subcategories:

  • Type IIA - require a slightly lighter weight than Type IIB fibers to be activated. In the case of most bodybuilding programs, you will use conventional repetition ranges (8 to 12) to activate these fibers.
  • Type IIB - require a very heavy weight to be activated. In most cases, this involves sets of 5 to 8 repetitions.

As you can see, sets with low and conventional repetitions work together to target the Type II muscle fibers, which have the greatest potential for muscle growth.

Maximum repetitions per set

Another primary factor that leads to improved muscle fiber recruitment is the relative duration of a set. Simply put, the closer you get to muscle failure during a set, the more muscle fibers are recruited.

This practice is independent of the repetition range. This means that as long as you perform a set to near muscle failure, you will recruit as many muscle fibers as possible regardless of the repetition range used.

This does not mean that it is necessary to perform a set until muscle failure is reached. This does not increase muscle fiber recruitment. I personally recommend performing as many repetitions as possible in each set and ending the set when you feel that you can no longer complete the next repetition or when the form of the exercise execution noticeably decreases.

Training to muscle failure only increases the risk and potential for injury. Your exercise form will drop significantly on the last repetition, although there are some exercises that you can perform to muscle failure without additional risk. Every exercise is different. Use your common sense, but keep in mind that training to muscle failure is not a necessity for muscle growth.

There are several studies that suggest that the greater the effort in a repetition, the greater the response. Dr. Ralph N. Carpinelli, a faculty member of the Human Performance Laboratory at Adelphi University in Garden City, New York, has conducted a comprehensive meta-analysis of the science of training with weights and gains. (4)

Dr. Carpinelli had this to say:

"The size principle states that as the central nervous system recruits more motor units for a specific activity, it starts with the smallest, most easily excitable, weakest motor units and progressively activates larger, harder to excite, stronger motor units to maintain or increase strength."

Why does any of this matter to us? Simple...more intense repetitions activate more muscle fibers because the repetitions become harder to perform.

The Pump "Plus" - building a well-rounded muscle building plan

In this article we have discovered several things about the muscle building process:

  1. The pump is a quality muscle building tool.
  2. Chasing the pump alone will probably not lead to optimal hypertrophy.
  3. Heavy training combined with training with conventional repetition ranges will activate the Type II muscle fibers, which have the greatest growth potential.
  4. Performing as many repetitions as possible during training sets promotes the recruitment of more muscle fibers.

To maximize the muscle-building process, we should take each of these science-based principles seriously. One tool alone (to varying degrees based on the individual tool) can build muscle, but a combination of all of these tools has the greatest potential for building muscle. At the very least, these principles provide a good starting point. Training can be customized from here based on individual needs and feedback from the body.

So even though the pump is an effective muscle building tool, it makes little sense to make it your sole focus. Without a strength base and a sufficient amount of training intensity (performing a large portion of your sets with as many reps as possible), pump will not give you the amount of quality muscle mass you are after.

Structuring a training session for the primary muscle groups

If you are training a large muscle group, then it makes sense to target type IIB first with heavy weights and a repetition range of 5 to 8 reps. You can then shift your focus to the type IIA fibers and more conventional repetition ranges (8 to 12 repetitions). This combination generates a qualitative potential for muscle growth and provides a highly effective base.

To amplify the results of these sets, make sure you perform as many repetitions as possible per set. However, never sacrifice the form of the exercise for an extra repetition. Live for progress, but not if it means extra risk.

After you've challenged a muscle group with these two repetition ranges, it's time to move on to pump training. Pump training can take many forms. It can include the following:

  • Volume sets such as 5 sets of 8 to 15 reps with limited rest intervals between sets
  • burns
  • Supersets, triple sets, mega sets or descending sets that bring a muscle into the pain and pump zone without rest.

Smaller muscle groups are often heavily challenged during the execution of multi-joint exercises. It can be quite difficult to train smaller muscle groups using the 5 to 8 repetition range. Therefore, when training smaller muscle groups, you should stick to more conventional repetition ranges and round off your training session with pump training.

Here are a few example workouts that include pump training: one for the chest, one for the quadriceps and one for the calves.

The structure of a complete program for slightly advanced users

Training hard and heavy every week can take its toll on the body. However, the need for progressive overload remains. Rather than forgoing the heavier side of training as you progress in your training, I recommend using periodization.

This sample training program rotates between 3 different types of training:

  • Week 1 - Heavy workout, 5-8 reps
  • Week 2 - Conventional training, 8-12 repetitions
  • Week 3 - Pump training, focus on supersets

Perform as many repetitions as possible in each set. This will allow you to continuously challenge your body and aim for progressive overload without training super heavy every week.

Final thoughts

There is no single magic muscle building formula that works for everyone all the time. You can build plenty of muscle without heavy sets with low reps and you can also build muscle without the pump. Progression and consistency will take you a long way, which is especially true when a solid majority of these sets are performed with as many reps as possible.

Arnold Schwarzenegger wasn't just a fan of the pump. He was strong as a bear and made sure to push as many sets as possible to the limit.

"The last three or four repetitions make the muscle grow. That area of pain separates the champion from someone who is not a champion. That's what most people lack - they don't have the balls to keep going and go through the pain no matter what." - Arnold Schwarzenegger

Once you've performed a maximum number of reps on a set, it's quite easy to kick on when the muscle is already down and train for an intense pump. You can continue immediately afterwards with a superset, a descending set, rest-pause volume training or simply a burn set.

However you perform your pump training, use it as a final death blow to the muscle.

Notes on anabolic steroids in connection with the pump

Prolonged use of anabolic androgenic steroids can lead to desensitization of the receptors. This receptor fatigue inhibits the gains stimulated by steroids. There are several scientific studies that show that exercise helps to reopen these desensitized receptors. Well-known steroid expert Dharkam had this to say about exercise intensity and receptor stimulation:

"Since muscle contractions are one of the main factors that upregulate androgen receptors, the harder a muscle contracts, the more androgen receptors you'll get."

It probably goes without saying that pump training produces brutal muscle contractions. For this reason, the pump seems to be an even more useful tool for advanced bodybuilders.

  109. Start with the basic supplements...a quality multivitamin, fish oil and whey protein. Once you're training consistently and making gains, you can try things like pre-workout formulas, BCAA drinks and creatine.
  110. If you're an ectomorph, then there's a good chance you could benefit from more frequent training. Try a full body workout program.
  111. If you are very overweight, then focus on training hard and getting stronger while losing fat. This should be your top priority.
  112. Overweight exercisers trying to lose fat should not train with lighter weights and higher repetitions. A transition to lighter weights signals to the body that you no longer need as much muscle tissue as before.
  113. It takes years to reach real plateaus. The gains will slow down over time. If you can do a few more reps of an exercise each month, you won't stagnate.
  114. Leg presses are a good exercise, but they are not better than squats. If you want a great team that really makes your legs grow, use both.
  115. Log your workouts. You need to find a way to monitor your progress.

  126. Use pulling aids for rows and pull-ups if necessary. Never let a weak grip interfere with your back training.
  127. Want a stronger grip? Try 30 to 60 seconds of static barbell holds in a squat rack.
  128. Never perform a multi-joint exercise until you've done a few non-demanding warm-up sets.
  129. Train your abs last. The abs are a small muscle group. Fatigue larger muscle groups first.
  130. You don't have to train your abs every day. One to three times a week is completely sufficient.
  131. And what if you are tired? Exercise! Chances are you will feel better after training and the quality of your performance will most likely surprise you.
  132. Don't be afraid to train opposite muscle groups together - chest with back, biceps and triceps. Variety can be a good thing.
  133. End the workout for one muscle group with a pump set for fun. Destroy it with a kill set of 20 to 40 reps before moving on to the next muscle group.
  134. Is a muscle group lagging behind in its development? Try the 7 - 14 day blitz. Train it with 10 sets a day, every day, with moderate weights. Then give this muscle group a whole week off.
  135. Short on time? Try a rest-pause workout.
  136. Hammer your shoulders. It's okay to use more than one pressing exercise per shoulder training session. Stop coddling your shoulders.
  137. Eat something first thing in the morning. Your body has been without food all night. Give your day a boost with some quality food.
  138. Eat protein regularly and often. This has been the foundation of bodybuilding for decades and to my knowledge has never let a trainee down. Eat at least 4 protein meals a day, with 5 to 7 being optimal.
  139. Use the "shake and bake" rule after training. Drink a shake immediately after your workout and eat a meal of whole foods 30 to 90 minutes later.
  140. Eat protein before going to bed. If you don't want to eat late at night, drink a casein protein shake.
  141. Don't miss meals. Don't miss workouts, don't miss meals...do you see the connection?
  142. Are you constantly tired? Use a pre-workout formula to give you an extra training boost.
  143. Exercise during the time of day when you have the most energy or when you are least likely to miss a training session.
  144. Hate vegetables? Chop up 2 handfuls of spinach and cook them in a pan until they curl. Spinach shrinks down to almost nothing, is tasteless and can be added to almost any meal in this form. Quick and easy vegetables!
  145. Ignore haters and troublemakers. Stay away from people who try to stop you from achieving your goals.
  146. Are you stuck in a rut? Try something completely different like a 10 x 10 training session.
  147. There is no need to regularly test your maximum weight. Get out of the habit and focus on building muscle.
  148. Stop thinking that training-free days are wasted time. Find a life outside the gym.
  149. Go to local bodybuilding competitions. It's great motivation and it's cheap.
  150. Train as if you expect to still be training at 70. Pushing yourself to the limit and beyond occasionally is fine. But don't overdo it. Go to the gym, train hard and then leave.

The "secret weapon" program

It's time to move on to other sites. This ride is going to be hard and fast. To hell with any preconceived notions of training frequency and recovery. And to hell with all the weight trainers who don't want to reveal their best training programs. I'm going to give you one of my most effective secret weapons: the "Quattro Dynamo" program. This is one of the most intense hypertrophy inducing workout routines I've ever developed. I waited too long before sharing this information with the rest of the world, but it was worth the wait! Here's the mission: induce the most dramatic muscle building stimulus in the shortest time possible. It won't be easy and there are a lot of different parameters that need to be followed, but please read on anyway and I will reward you with the best mass building program you've ever tried. I'm not going to bother writing a concise introduction and I'm not going to link this program to any other story to make it more interesting. That kind of thing is unnecessary. This program is unique and you will quickly see why. We will train each muscle group four times a week for three weeks in a row. You will be sore, sweaty, cursing and possibly bleeding. If that doesn't sound appealing to you, then you should choose a different program where you can sit comfortably on a leg extension machine.

The method behind the madness

The only way to get through a program that involves training each muscle group four times a week is to continually rotate your strength training methods. I've put this program together with an effective progression plan that I've developed over years of trial and error. Be glad you weren't one of my guinea pigs! Instead, enjoy the optimized program described below:

Day 1

The first training session of the week is dedicated to maximum strength training. The reps will be low and the weights will be heavy. Our goal is to recruit the rapidly exhausting, high threshold motor units that have the greatest potential for mass and strength gains.

Day 2

This training session is entirely dedicated to developing endurance strength. Only 24 hours have passed since the last training session, so this method must be as different as possible from the method used the day before. This endurance training session serves two purposes. Firstly, the slow oxidative fibers are recruited as they are still relatively fresh. Secondly, this training session acts as a recovery enhancing training session as blood flow (i.e. nutrient transfer) will be high. This will dramatically speed up recovery.

Day 3

This day should not include any training with weights, just a 15 minute low intensity cardio session. The reason for this is to increase blood flow to all your muscle groups, which will aid the recovery process.

Day 4

This training session is dedicated to hypertrophy/strength training. Here the fast, fatigue-resistant motor units are recruited. As the previous two training sessions have not challenged these motor units, we need to load them in this session for complete muscle growth.

Day 5

This is a rest day where no training with weights is performed. Another 15 minutes of low intensity cardio is recommended.

Day 6

Here comes the explosive strength training! The weights are very light and the speed of movement is lightning fast. This training session will once again recruit the rapidly exhausting motor units. Since the stimulus is drastically different from Day 1, the possibility of overtraining is minimized.

Day 7

Rest, rest and more rest. No training with weights and no cardio. If you want to get physical, find a nice girl to take control and stay tied to the bedposts.

Day 8

Repeat the program starting with day 1.

Parameters

Now let's move on to the parameters. Each training session involves a relatively low volume and the intensity must be kept under control. If you overdo it with the intensity, your overtraining will keep you awake (literally).

Day 1 (maximum strength)

  • Sets: 5
  • Repetitions: 3
  • Rest: 60 seconds between antagonistic supersets
  • Weight: 5 RM (keep the extra two reps in reserve so you don't go to muscle failure)
  • Tempo: Perform the concentric (lifting) movement quickly; perform the concentric (lowering) movement in a controlled manner.

Day 2 (endurance strength)

  • Sets: 2
  • Repetitions: 25
  • Rest: 90 seconds between antagonistic supersets
  • Weight: 27RM
  • Pace: Same as day 1

Day 3

  • Rest/Cardio

Day 4 (Hypertrophy Strength)

  • Sets: 3
  • Repetitions: 8
  • Rest: 75 seconds between antagonistic supersets
  • Weight: 10RM
  • Pace: Same as day 1

Day 5

  • Rest/Cardio

Day 6 (Explosive Strength)

  • Sets: 6
  • Repetitions: 3
  • Rest: 60 seconds between consecutive sets
  • Weight: 18RM
  • Pace: As fast as humanly possible while maintaining proper form of exercise execution.

Day 7

  • Rest

Exercises

Most of the recommended exercises consist of multi-joint exercises. The reason for this is based on the efficiency of these exercises. You will get the most value for your efforts with multi-joint exercises as multiple muscle groups are worked with a single exercise. If you choose isolation exercises, each training session would last up to 2 hours, which would not be good.

A note of caution before I go into the exercise details: it is not necessarily obvious that all muscle groups are trained four times a week, even if this is the case. For example, the program only includes direct abdominal muscle training in two training sessions per week. This is due to the fact that the other two days work the abdominal muscles indirectly. You should keep this in mind. Let's move on to the order of exercises for each training session:

Day 1

  • A1) Squats: Use a high position of the bar on your trapezius. The feet are shoulder-width apart and the toes are pointing straight ahead. The movement is performed over the full range of motion.
  • A2) Lying leg curls: The toes point downwards throughout the exercise. Be careful not to lift your hips off the bench.
  • B1) Barbell bench press: Use a grip width of around 65 centimetres (65 centimetres between the two index fingers).
  • B2) Rowing seated on the cable: Use an overhand grip with a grip width of 65 centimetres.
  • C1) Standing barbell curls: Use a grip width of around 45 centimetres (45 centimetres between the two little fingers).
  • C2) Tricep presses with an underhand grip: Use an underhand grip with a grip width of 45 centimeters.

If you see pairings of the type A1, A2, this means that you perform a set of exercise A1, pause and then perform a set of exercise A2. Keep alternating between A1 and A2 exercises until you have completed the specified number of sets and then move on to the "B" exercises.

The "Parameters" section above indicates that on day 1 you should perform five sets of three repetitions (5 x 3). So you will perform one set of squats, pause and then do one set of leg curls, after which you pause again. You then repeat the whole thing four more times. Then do the same for the "B" and "C" exercises. Remember that the parameters change every day!

Day 2

  • A1) Barbell neck press seated: Use a 65 centimeter wide grip
  • A2) Lat pulldown with shoulder-wide grip: Use an approximately 65 centimeter wide underhand grip (65 centimeters between the two little fingers)
  • B1) Barbell squats: Use the same position as on day 1, but with raised heels
  • B2) Lying leg curls: Use the same technique as day 1.

Don't forget to read the "Parameters" section above. Day 2 is an endurance strength day, so you will perform two sets of 25 repetitions of the exercises above

Day 3

  • Training free. Perform 15 minutes of low intensity cardio such as jogging or walking uphill.

Day 4

  • A1) Barbell Good Mornings: Keep your back tensed and slightly bent. Bend the torso forward at the hips as far as you can while keeping the back flexed (this will depend on the flexibility of your hamstrings). Do not bend the torso further forward than parallel to the floor.
  • A2) Hanging leg raises: Raise your legs while hanging from a bar until they are parallel to the floor.
  • B1) 45° dumbbell incline bench press: Use a traditional grip with your palms facing away from your body.
  • B2) Rowing upright with dumbbells: Keep your elbows high and lift the dumbbells no higher than your lower chest.
  • C1) Reverse barbell curls standing: Use a 45 centimeter wide overhand grip (45 centimeters between the index fingers).
  • C2) Lying tricep presses (skull crusher): use a 45 centimeter wide grip. Day 4 is a hypertrophy strength day, which is why you will perform three sets of 8 repetitions.

Day 5

  • Training free. Perform 15 minutes of low-intensity cardio training such as jogging or walking uphill.

Day 6

  • Explosive lunges: Keep your upper body as vertical as possible. Take a wide step forward and perform alternating repetitions with your right and left leg.
  • Explosive sit-ups: Hook your feet and use a traditional sit-up technique.
  • Explosive barbell bench press: Use a grip width of 45 centimetres between the index fingers. Do not overstretch your elbows for any repetitions.
  • Explosive lat pulldown with underhand grip: Use an underhand grip with a grip width of 45 centimeters (between the little fingers). Let the weight stack rest briefly after each repetition before pulling the bar down explosively.

According to the parameters, day 6 is an explosive strength day, which is why you perform six sets of three explosive repetitions per exercise.

Day 7

  • Rest, recovery, recovery! And when you're done, recover some more!

Day 8

  • Repeat the program

Program duration

I want you to do this program for 3 weeks in a row. After the third week, rest a full 5 days before moving on to another program. This rest period will allow for more compensation (muscle growth). By the time you start the next program, your recovery ability will have increased significantly.

Sleep

You need to get ten hours of sleep every day - preferably 8 hours during the night and a two-hour nap. The nap can be at any time of the day, but I prefer to start within the first four hours after training to improve recovery.

Calories

Eat everything in sight during these 3 weeks. This is not a fat loss program, so you should go high on the calories. Make sure you consume at least 3.5 grams of protein and 6.5 grams of carbohydrates per kilogram of lean body mass. Fat intake should be 1.5 grams per kilo of lean body mass.

Water

You must consume at least 60 ml of water per kilogram of lean body mass per day. Adequate water consumption will speed up your recovery, so don't overlook this often neglected nutrient.

Summary

If I'm honest, I could have easily described this program in a three-part article series as there are so many different variables you need to consider. But instead of doing that, I've eliminated the boredom factor and opted to give you only the minimum necessary information. Read this article at least three times before using this program. Even though I have done my best to keep the article short, there are still a number of important aspects that you need to fully understand before you start using this program.

Are you aiming to build big arm muscles? These 5 arm training techniques are backed by science. Try these workouts on your own body!

Having muscular and defined arms is the primary goal of many exercisers, but it can sadly be a never-ending quest for many individuals.

The reason it's so hard to develop an impressive pair of upper arms is because many people don't understand that the muscles of the arms don't respond to the same training principles that you use for your legs or back.

Factors such as mechanical and metabolic stress or simply training frequency are essential for growth, but are not applied in the same way you would apply them to other muscle groups.

Within this article, we'll look at the science behind different advanced arm training techniques and look at some example workouts you can use to instantly increase the size of your arms.

The basics of building muscle

It's important to keep in mind that the arm muscles (such as the different muscle heads of the biceps and triceps alongside the forearms and shoulders) are smaller muscle groups than the muscles of the chest, back and legs.

It is often recommended to train the arms with lighter weights to take this into account, but this is not the whole truth. Although your arm training may benefit from slightly different training styles, these muscles will still respond to the same principles of overload and therefore require a sufficient amount of tension just like any other muscle group.

Progressive overload is basically a theory that says you need to increase the stress you put on a muscle over time in order to achieve consistent growth of that muscle. (1, 2)

Basically, this means that your arms will never grow unless you consistently increase the weight you use, the number of repetitions or the number of sets - or in a perfect world, all three. To use this method, you need to make sure that you consistently increase the stress you place on those muscles if you want them to grow.

Mechanical stress, metabolic stress & exercise variation

Next, it's important that you consistently increase the amount of mechanical stress you place on the muscle. Mechanical stress is basically the physical force applied to the muscle when you try to contract it against a weight.

When your muscle cells are physically stretched and contracted (by flexing and extending your limbs), many different responses are initiated within the muscle cells. These responses promote growth of the muscle to ensure that future strains of similar strength no longer pose as much of a threat. Typically, mechanical stress becomes relevant when the weight increases or the sets are performed to very close to muscle failure (3, 4, 5).

The third factor to consider is metabolic stress. Metabolic stress is basically the accumulation of metabolic by-products produced during constant muscle contractions.

Current research suggests that metabolic stress and related factors such as cellular swelling may play a central role in the increase in muscle size over time. While we know that mechanical stress is important, it is also possible that metabolic stress is also important (6, 7, 8).

Lastly, we need to consider exercise variation. Especially with the arms, many exercisers will use the same exercises day after day and then wonder why they haven't made any progress for a long time.

Just as you can get used to a specific weight, you can also get used to a specific exercise. In fact, recent research suggests that regular variation of exercises, even when these changes are minor and merely alter variables such as bar placement, grip width, foot spacing, etc., can provide a new stimulus for continued growth (9).

You can be sure that we will use each of these pillars of muscle growth in the following workouts to ensure that your arms grow in a timely and efficient manner.

Training session 1: Rest-pause

In training session 1, we will use a technique known as rest-pause. Rest-pause is an advanced training method that incorporates large amounts of mechanical and metabolic stress that allow for an amazing muscle pump while using high amounts of weight for repetition ranges you're probably not used to (10, 11).

Here's how the process works. You choose a weight on an exercise that will allow you to reach the point of muscle failure after 6 to 8 reps. Perform the first round until about one repetition before reaching muscle failure. Then pause for 30 seconds, take 10 deep breaths and repeat. Then repeat the whole process one more time.

Basically, you use a weight with which you would typically reach muscle failure after 6 to 8 repetitions and perform more than 12 to 15 repetitions with this weight.

*Choose your weight. Perform the repetitions and pause for 10 deep breaths. Continue training until one repetition before reaching muscle failure & pause for another 10 deep breaths. Continue training until one repetition before reaching muscle failure. This is a rest-pause set.

Training session 2: Descending sets - done the right way

Descending sets are a technique that typically delivers large amounts of metabolic stress due to the non-existent pauses and high volume. However, traditional descending sets are a waste of time in my eyes.

The reason I believe this is because mechanical stress drops dramatically after the first set is completed. In this case, the benefits of this method can be pretty worthless as long as the reps are not brought way up with a lighter weight. (12)

Rather than starting with the normal weight and reducing the weight from there, I prefer to start with a much heavier weight and a lower repetition range for descending sets and then move to a higher volume. Although this may look like a typical descending set at first glance, here is a better explanation.

In a typical descending set, you start with an 8RM weight, perform 8 reps with it and then immediately reduce the weight to perform more reps. But what if you finished your last set with that 8RM weight?

Considering that mechanical and metabolic stress are essential, this method allows you to maximize both instead of sacrificing mechanical stress for metabolic stress.

*Start with a 4RM weight and finish the set one repetition before reaching muscle failure, reduce the weight to a 6RM weight and perform further repetitions until one repetition before reaching muscle failure. Reduce the weight to an 8RM weight and perform further repetitions until one repetition before reaching muscle failure. Reduce the weight to a 10RM weight and perform further repetitions until one repetition before reaching muscle failure. Reduce the weight to a 12RM weight and perform further repetitions until one repetition before reaching muscle failure.

As you can see in the example above, by shifting the initial starting weight you can work in traditional weight and repetition ranges while using descending sets - this has the potential to stimulate your muscle growth to a much greater extent than a typical descending set, which would already start relatively light.

Training session 3: Restricting blood flow

Blood flow restriction (BFR) is a fairly new and popular technique that is backed by solid science. (7, 8).

Basically, depending on the movement and the body part being trained, you tie off one of your limbs at the top with a tourniquet. If you want to use blood flow restriction for biceps or triceps training, for example, you tie the tourniquet around the upper arm between the shoulder muscle and the biceps/triceps.

Restricting blood flow is an interesting technique that basically allows you to achieve a similar response to what you would see with a very heavy weight, even though you are only using 40% of your 1RM weight.

Typically, when using such a weight, you need to perform 20 to 40 repetitions or more to really stimulate muscle growth. Restricting blood flow, on the other hand, allows this response to occur more quickly.

By tying off one of your limbs, you call for a congestion of your blood in that muscle by preventing venous return or the backflow of blood to your heart. Scientific research suggests that the accumulation of metabolic products achieved by this method produces a muscle building response typically seen with much heavier training.

The training session

Note: If you are using blood flow restriction, you should band your arm at a strength of 7/10, where 10 is the pressure at which your arm falls asleep. If you lose feeling in your arm, then you have tied it too tightly. In this case, remove the pressure bandage immediately! Also make sure that you remove the pressure bandage immediately after completing the exercise. It is not advisable to leave the pressure bandage on your arm or leg for the entire duration of your training session!

*Perform this set with about 40% of your 1RM weight until muscle failure, which should occur at about 30 repetitions. Pause for 15 to 20 seconds. Perform another set with the same weight until muscle failure. Pause for 15 to 20 seconds. Perform another set with the same weight until muscle failure. Rest for 2 minutes and repeat the cycle two more times.

It is important to note that I have placed the sets with blood flow restriction further back in the training session. This is because blood flow restriction sets are extremely demanding and will fatigue the trained muscles to the maximum. I would suggest that if you plan to perform other exercises, you perform them before the sets with blood flow restriction.

Training session 4: Mega sets

Mega sets are an advanced training technique that allows for variety in training and high amounts of metabolic stress and cell swelling. The reason for this is that mega sets consist of three exercises with minimal rest.

Megasets are similar to supersets in that you perform exercises one after the other without rest, but megasets consist of 3 or more exercises instead of just 2. By performing such a high volume with minimal rest, you can generate extremely high amounts of metabolic stress, which can potentially increase your muscle mass (7, 8, 13).

Training session 5: Antagonistic sets

In traditional training, many people perform several exercises for the same muscle group one after the other. Although this may lead to a good pump, it could also mean that you are training at a lower intensity than if you were using antagonistic exercises. (14).

Antagonistic exercises involve training the opposite muscle group every other set. Basically, you will train your biceps on exercise one and your triceps on exercise two.

When using this method, one muscle group is working while the other is resting. Basically, you will be able to train each muscle group at a higher intensity than would be possible if you fatigued them with consecutive sets for the same muscle group.

As you can see, there are some unique considerations for arm training that can accelerate your arm growth, such as a higher training frequency. However, other fundamental factors such as progressive overload and metabolic stress are also important and need to be considered!
