Is a full body workout good?

Here's what you need to know...

  1. A full body workout is very effective when it comes to developing lagging muscles, as you can train them first three times a week.
  2. Even though Arnold was known for split programs later in his career, he started his career with full body workouts and still recommends them for beginners today.
  3. Bodybuilding legend Leroy Colbert was a big believer in full-body workouts and said that he never trained productively any other way.
  4. Vince Gironda's full-body programs used a new type of progression. Instead of simply increasing the weight, he reduced the length of the rests between sets.

Training sessions without muscle group splits

Full-body training is highly underrated. This is a shame, because it works exceptionally well.

Keep in mind that there are occasional times in life when you only have time for the gym two or three times a week. Those who use five or six day split programs then often end up missing workouts due to job or family commitments. This kind of disruption to a split can mean that muscle groups are not stimulated for a week or more.

Not good! This is the kind of scenario where full body training sessions can shine. But even then, if you're simply looking for a change of pace, full body workouts won't let you down.

Oddly enough, full body workouts have never been mainstream for over 50 years. So here's a quick refresher.

Who uses full body workouts?

If you'd asked this question 60 years ago, when men like Reg Park and Leroy Colbert graced bodybuilding magazines, the question would have more appropriately been "Who doesn't use full-body workouts?"

The basic idea was simple - train, recover and repeat. Guys like Colbert and Park wrote about this philosophy in every major magazine, but let's take a look at someone who didn't get nearly as much press or notoriety: George Eiferman.

George Eiferman

Eiferman was an actor, stuntman and Mr. Universe winner who traveled the country teaching high school students the value of physical training.

He was a big advocate of full body workouts and like other champions of his time, it was his standard methodology. This was one of his favorite total body programs, with three workouts per week:

Note that George performed 6 sets in a row for chest, triceps, biceps and shoulders. This number appears in many of the following training programs.

Schwarzenegger's "Golden Six"

Even though Schwarzenegger was the definitive king of split training at one point, he started his career with a full body training program and he still recommends this for beginners today. The program he used was called "The Golden Six."

And that's it already. Simple, direct and effective. As with most full-body programs, he also recommended performing these workouts three times a week on non-consecutive days, with no training with weights on the rest days. Due to the low volume, this type of full-body training program is ideal for beginners and those looking solely for strength gains.

Leroy Colbert's method: 6 sets per muscle group for a total of 42 sets

Bodybuilding legend Leroy Colbert was a big believer in full-body workouts and said that he never trained productively any other way.

In Colbert's day, the norm was to perform 3 sets per muscle group. He explained that exercisers often dropped the weights after three sets as if they were on fire, believing that performing more than 3 sets would cause their muscles to shrink. Nevertheless, Colbert swam against the tide, started doing 6 sets per muscle group and the rest is history.

I have successfully recommended this type of training program to dozens of exercisers and have used Colbert's method myself to gain 16 pounds of prime lean body weight while my waist circumference has remained exactly the same. Here are his simple guidelines:

  • Exercise the entire body every other day
  • Keep reps between 6 and 10, increasing the weight when you can do 10 reps on all sets.
  • Perform at least 6 sets per muscle group for optimal growth. However, you can do more sets for certain muscle groups.
  • Use a mini push/pull setup during your training session. This means that you do not train the chest directly after the triceps and the biceps directly after the back. If you train the body in the following order, for example, this fulfills this requirement: triceps, biceps, chest, back, thighs, shoulders and finally the calves.
  • Perform 6 sets per muscle group for a total of 42 sets.

Note: If you think 42 sets is too many, consider what Arnold's mentor, Reg Park, once said: "I did about 90 sets per session and I'm sure that was more than any British bodybuilder did in 48/49. In March/April 1949 I took part in the Mr. N.E. Britain and won it by beating the previous national winner. Not bad for just 7 or 8 months of serious training."

The basic idea of Colbert's program is to have a list of exercises at hand for each muscle group that you use cyclically (2 per training day), increasing the weight whenever possible, while getting plenty of rest and eating properly.

For example, if you want to prioritize arms, your program for a given day might look something like this:

  • Set length: 32 seconds (4 seconds per repetition)
  • Total duration of the training session: 1 hour and 10 minutes

This program stimulates each muscle group three times a week. It is also a very flexible program and with the tips below you should be able to adapt this program to your circumstances and get maximum benefit from this program.

Adapt Colbert's program to your needs

  • Use the fact that you train each muscle group three times a week to your advantage by using varying repetition ranges. For example, use 5 sets of 5 repetitions on two of the three days if increasing strength is your primary goal.
  • If you have a favorite exercise that gives you consistent gains, be sure to add it to your list of alternating exercises. On the other hand, if an exercise like neck presses causes you pain, then you should take it off the list immediately.
  • A full body workout is very effective when it comes to targeting weak muscle groups because you can train these muscle groups first three times a week.

Girondas 8 x 8

Vince Gironda's 8 x 8 is an excellent training method as it allows you to train each muscle group three times a week in a short period of time. It also introduces a different progression method that 99% of exercisers have probably never tried. The basics are simple:

  • Perform 8 sets of 8 reps per muscle group per training session.
  • Train three times a week.
  • Use a mini push/pull sequence similar to Leroy Colbert's method.
  • Train your weakest muscle groups first.

The progression is where it gets interesting. Instead of simply increasing the weight, reduce the rest intervals. You start with 45 or 60 seconds rest between sets and each time you can successfully perform 8 reps on all 8 sets, reduce the rest intervals by 5 seconds.

The starting weight should be around 60% of your normal maximum weight for 8 reps (assuming you normally rest a minute or two for 3 to 5 sets). The minimum you can reduce your rest intervals to is 15 seconds rest between sets (some may stop at 30 seconds). At this point, increase the weight and start again.

You should be able to maintain a continuous progression for about 6 to 8 weeks, as this is a different type of progression than your body is used to. After 8 weeks, some exercisers can use 100% of their original maximum weight for 8 sets of 8 reps with only 15 to 30 seconds rest between sets.

But even if you only manage to work your way up to 75% of your original maximum weight for 8 reps, you're still doing a lot more work in a shorter amount of time. The pump and the mind-muscle connection are incredible and this system is also easy on the joints.

A basic program could look like this:

That's 56 sets, which will take just over an hour if you use rest intervals of 45 seconds duration or only 43 minutes if you use rest intervals of 15 seconds duration.

The last thing you should consider is variety in the exercises used. You probably wouldn't expect to get a thicker and wider back just by doing lat pulldowns for 8 weeks.

You could alternate between two exercises like lat pulldowns and bent-over rows and still follow the progression given. The same goes for any other muscle group - you should use a range of different exercises.

How to burn stubborn fat

Here's what you need to know...

  1. Targeting stubborn fat and targeting fat in a specific area are two different things. It is possible to get rid of stubborn fat through diet, exercise and supplementation.
  2. Subcutaneous fat is more stubborn than visceral fat (fat in the abdomen) and intramuscular fat. In women, stubborn fat is found in the buttocks, hips and thighs, while in men it is found in the love handles at the sides of the waist.
  3. A calorie-restricted diet and more exercise can make stubborn fat even more stubborn. There are two exercise and diet strategies to prevent this.
  4. Supplements like green tea extract, forskolin and yohimbine HCl can help with stubborn body fat once you've gotten your diet on track.

Targeted fat loss: myth or option

Yesterday I was browsing some popular health and fitness pages on Facebook. A discussion was started by a person who asked a question regarding targeting stubborn fat.

The administrator of the page answered this question as follows: "You can't target specific areas of the body. It is simply impossible. The body burns fat from all areas of the body. Targeted fat loss has been proven to be a myth."

And the truth is? The site administrator is wrong on both counts. Firstly, you can certainly target stubborn fat and secondly, localized fat loss has been proven to work.

Wait, localized fat loss works?

Targeted localized fat loss refers to the idea that you burn fat in a specific area of the body by directly exercising that area. This idea brings back memories of late night TV infomercials with people working out with nonsensical ab trainers or using thigh toning machines in an attempt to get lean thighs.

Ridiculous, right? But you might be surprised to hear that in 2007, a study published in the American Journal of Physiology, Endocrinology and Metabolism by Dr. Bente Stallnecht confirmed that localized fat loss does indeed occur. In this study, localized training burned significantly more fat in the trained leg than in the non-trained leg.

So this study has answered the question once and for all. Yes, localized fat loss does occur. The only problem: this fat loss occurs to such an insignificant extent that it is practically useless. The amount of extra fat burned in the trained leg was, figuratively speaking, the equivalent of taking a few drops of water out of a lake.

What does this mean in practice? In purely technical terms, localized fat loss occurs, but on such a marginal scale that it is essentially insignificant. I like to say that trying to lose fat locally with targeted exercises is as effective as trying to change a tire with a pencil. It's practically impossible.

What is stubborn fat?

Targeting stubborn fat and localized fat loss are two different things. I looked at localized fat loss first because it's important to define what we're talking about here. We are not talking about localized fat loss. Localized fat loss is all about training alone.

Targeting stubborn fat involves diet, exercise and supplementation. Localized fat loss is basically impossible. Targeting stubborn fat is not only possible, it's doable if you know what you're doing.

The first thing you need to know about stubborn fat is that it is different from other fat on a physiological level. Stubborn fat has a high density of alpha receptors compared to beta receptors, has a higher insulin sensitivity and is less perfused than regular body fat.

Subcutaneous fat (the fat that is under the skin) is more stubborn than visceral fat (the fat around your organs) or intramuscular fat (the fat in your muscles). The most stubborn areas of body fat are the hips, buttocks and thighs in women and the love handles in men.

The biochemistry of fat burning

To burn fat, you need to release it from the fat cells. This is called lipolysis. Then the fat must be taken to other cells where it is burned. This is the point where the blood supply to and from this tissue is important. Finally, the fat must enter the cell and be burned. This last step is called fat oxidation.

Stubborn adipose tissue releases its fat more slowly than non-stubborn adipose tissue. This is due to two different types of receptors in the fat cells. Our primary fat-releasing hormones are the catecholamines - norepinephrine aka noradrenaline and epinephrine aka adrenaline.

These hormones bind to receptors in adipose tissue and then signal the fat cell to speed up or slow down the release of fat. These receptors are known as alpha and beta receptors. The beta receptors accelerate the release of fat. The alpha receptors slow down the release of fat.

These receptors have these effects in large part because they activate intracellular signals that either increase or decrease the activity of hormone-sensitive lipase (HSL) - the primary fat-releasing enzyme in the body.

All of this is mediated by cyclic AMP (cAMP). So to fight stubborn fat, you need to do things that increase beta receptor activity and reduce alpha receptor activity.

Insulin sensitivity and stubborn fat

The vast majority of fitness and health experts misunderstand insulin resistance. Most think that insulin resistance is just one thing. In truth, insulin sensitivity and insulin resistance are tissue specific. If you're used to seeing the term insulin resistant in the typical way, then you won't understand stubborn fat.

Stubborn fat has a higher insulin sensitivity, which means it is less insulin resistant than regular fat. The normal action of insulin in fat cells is to reduce the activity of HSL (the primary fat-releasing enzyme) and increase the activity of LPL (the primary fat-storing enzyme).

A fat cell that is more insulin-resistant therefore stores less fat and releases more fat. A fat cell that has a higher insulin sensitivity stores more fat and releases less fat. Stubborn fat therefore has a higher insulin sensitivity than other fat.

But that's not all - insulin also has an effect on the activity of alpha and beta receptors, increasing the relative expression of alpha receptors in relation to beta receptors. When it comes to stubborn fat, insulin is not your friend for several reasons.

Other hormones also become active. Thyroid activity increases beta receptor activity and decreases alpha receptor activity. Anything that interferes with thyroid function is not helpful for stubborn fat.

Estrogen increases alpha receptor activity. High estrogen levels, such as those that occur during the late follicular phase and early luteal phase of the female cycle, mark the times of the month when female stubborn fat is even more stubborn.

Heat and blood flow

Another part of the story is that stubborn fat is less well perfused, which means that even when fat is released, that fat is not as easily transported away from the fat cell to be burned elsewhere. The alpha receptors also affect blood flow, more alpha receptors in one area means less blood supply to that area.

In addition, stubborn fat is located in areas that the body cannot heat as well. Riding breeches and life rings are located further away from the center of the body and tend to be "colder".

The practicality of this information is of course limited. There are a few ways to warm up localized areas of the body and the use of saunas, hot baths, massage, high temperature workout areas or those old neoprene belts may not have been such a stupid idea when viewed from this angle.

I'm not sure if these things will make a real difference, but people have done far stranger things in the pursuit of shedding stubborn body fat.

How you can fight stubborn fat

Now that you know many of the factors involved in stubborn fat, let's talk about how to solve your problems. There are three simple steps that are easier said than done:

  1. Stop dieting
  2. Do cyclical dieting
  3. Target the area

Stop dieting

The more I study metabolism, the more I become convinced that dieting by eating less and exercising more is by far one of the biggest obstacles to permanent change. This is especially true for stubborn fat.

When you follow this method, the body tries to compensate metabolically in several ways. Adaptive thermogenesis is one of these aspects. You eat less and exercise more and your body will make you hungrier, give you less energy, cause insatiable cravings and reduce your metabolic rate at rest by an average of 300 kcal per day.

In other words, your body has prepared itself to resist further loss of body fat while increasing the likelihood that you'll be engaging in a three-month donut binge in no time.

And guess where you're likely to store that newly built up fat? You guessed right, in the stubborn pockets of fat you originally wanted to get rid of. So dieting doesn't just make you fatter, it also makes stubborn fat even more stubborn.

The two main ways the body accomplishes this is by increasing insulin sensitivity in stubborn fat tissue and reducing thyroid function, which shifts things even further toward alpha receptor activity versus beta receptor activity.

So dieting the traditional way is a perfect recipe for making stubborn fat even greedier and stingier. Dieting could make your fat body parts even fatter.

Two ways to stop dieting

To stop dieting, you can easily do one of the following things. Either eat less and exercise less or eat more and exercise more. What you must not do is continue to eat less and exercise more.

1. eat less, exercise less

Eating less and exercising less is an approach where low-intensity exercise such as walking dominates and only a few weight training sessions are performed during the week. This allows for a very low calorie and low carbohydrate diet without the compensations that come from eating less and exercising more.

A good way to describe this approach is a 3:2:1 ratio of diet to exercise. Three meals a day, two of which are protein and vegetable based and only one of which contains starch. This is accompanied by three rest and recovery activities (such as massage, yoga, naps), two traditional workouts with weights per week, and an hour or more of slow walking on all or most days of the week.

2 Eat more, exercise more

The opposite of the approach just described is an approach where calorie and carbohydrate intake are high to provide enough energy for intense daily activities throughout the week.

This is a 3:2:2 approach. Three meals a day plus two protein-based snacks and a double starch intake at the first meal after an intense training session. This is accompanied by three training sessions, two metabolic conditioning sessions and two traditional cardio training sessions per week.

Both approaches will reduce metabolic compensations, but the second approach (eat more, exercise more) is probably the better approach to keep the metabolism going and stubborn fat burning.

Follow a cyclical diet

You won't be truly successful with any single system. The metabolism is highly reactive and adaptable and even though it will compensate less with the two approaches described above, it will still compensate.

To prevent this compensation, it is a good idea to cycle the diet in a way that makes it harder for the metabolism to adapt. This keeps thyroid activity high, prevents leptin levels from dropping too low and keeps insulin sensitivity at a useful level.

When it comes to calories, hormones and stubborn fat, we're looking for the Goldilocks effect. Not too much, not too little, but just right. One to two weeks of a "eat less, exercise less" approach, followed by one to two weeks of a "eat more, exercise more" approach works very well.

Women can time this to coincide with their menstrual cycle. The two weeks before and during menstruation are the periods with the lowest estrogen levels, during which it is far easier to outsmart those pesky alpha receptors.

This would be the period during which you make diet, exercise and lifestyle changes towards your fat loss efforts. This is also a time of increased cravings and hunger in women based on altered brain chemistry that accompanies hormonal changes

One clinical gem that almost completely negates these effects is the use of unsweetened baking cocoa powder in water. Cocoa increases dopamine and serotonin levels - the very brain chemicals whose levels drop before and during menstruation.

Target the area

When we talk about targeting an area, we're not talking about training that area, we're talking about the right timing of diet, exercise and supplementation. When you burn fat, you burn body-wide fat, including the stubborn fat deposits.

Under normal circumstances, however, stubborn fat is burned much more slowly. This is the reason why some people get lean, while the fat in the lower body (women) or the love handles (men) don't seem to respond to fat loss efforts...or these areas even appear fatter.

The latter is of course not the case, as fat loss is probably also taking place in the stubborn fat pads. However, if the fat on the rest of the body is shrinking much faster, then this creates the illusion that the stubborn areas are getting even fatter.

Starve the fat and "feed" the lean muscle mass

The first step is to remember that fat loss is about reducing calories and balancing hormones.

You need to decide which part of your cycle will generate the biggest deficit. You will use one part of the cycle - I recommend the "eat less, exercise less" part - to "starve" the fat. Then use the other part of the cycle - I recommend the "eat more, exercise more" part - to "feed" the lean body tissue and protect yourself from metabolic compensation and hormonal changes that make stubborn fat even more stubborn.

In addition to this, there are supplements that can help. My two favorites are green tea extract and forskohlii or forskolin. Both of these supplements work through the same cellular messengers that are activated by catecholamines, only they don't do this by binding to alpha or beta receptors.

This greatly helps to release the brakes on stubborn body fat. Keep in mind that these supplements work best at low insulin levels.

There are also ways to directly block alpha receptor activation. This can be achieved through the use of yohimbine HCl, synephrine and berberine. Yohimbine is probably the best option at this point, although it is best taken on an empty stomach in a fasting state. Furthermore, a certain habituation effect can occur. Yohimbine can also have a strong stimulating effect. Berberine is an underestimated insulin reducer and has a weak alpha receptor blocking effect.

Of course, you can certainly use the ephedrine/caffeine combination with or without aspirin if you can find it somewhere. However, from my perspective as a physician, I would not use these approaches for safety reasons.

Final thoughts

With limited space and complicated mechanisms, here are the key points in a nutshell:

  1. Battling stubborn fat requires the right combination of diet, exercise and supplementation.
  2. Training one area in the hope of burning stubborn fat in that area does not work well. The body burns fat from all areas of the body. Stubborn fat is burned more slowly.
  3. Stubborn fat is stubborn because of higher insulin sensitivity, more alpha receptors and poorer circulation.
  4. Dieting makes stubborn fat even more stubborn due to changes in insulin levels and thyroid function that increase the number of alpha receptors and reduce the number of beta receptors.
  5. Stop dieting by matching food intake to exercise volume.
  6. Approaches such as "eat less, exercise less" and "eat more, exercise more" reduce metabolic compensation and counteract the hormonal changes that make stubborn fat even more stubborn.
  7. Cycling between "eat less, exercise less" and "eat more, exercise more" helps to further reduce the negative hormonal changes and maintains the fat burning process in stubborn fat.
  8. Targeted supplementation including green tea, coleus, berberine, yohimbine and others can accelerate fat loss in stubborn areas if the rest of the diet is in order.

The Anti-Bodybuilding Hypertrophy Program Part 1

Here's what you need to know...

  1. Rethink your idea of bodybuilding. The muscle growth methods used by the strongmen of old were what revolutionized bodybuilding. Not the tan and posing briefs.
  2. Train for strength and grow at the same time. Your muscle size is determined by your calorie intake.
  3. Throw the rules out the window that have inundated bodybuilding. Train more often, forget about time under tension and train through muscle soreness.

Use the following program for both gains in muscle mass and gains in strength. No posing briefs are required.

Hypertrophy like you've never heard of it before

There has never been a topic where more misinformation has circulated. Common sense and science often step aside when it comes to muscle building advice.

This probably has to do with knowing more about the nervous system than muscle soreness, or maybe it has something to do with the fact that most writers on hypertrophy training are morons who can't even build muscle themselves. But judge for yourself.

I never liked bodybuilding until I started writing for T Nation. Only then did I realize that there are some damn intelligent people out there who like it. I'm not talking about the kind of bodybuilding that consists of "shaved guys posing in thong briefs", but the good old hypertrophy inducing strength training of yesteryear.

The strongmen of old were people who truly revolutionized bodybuilding. Unfortunately, their methods have long since been forgotten. In exchange for irregular, machine-based, ineffective bodybuilding methods, many excellent training principles have been lost.

The secret of bodybuilding has been kept from you

Here it is: Hypertrophy and strength don't have to be two separate worlds.

I've never developed a program based solely on hypertrophy training and yet my clients have built a ton of muscle over the years.

Muscle growth is primarily controlled by caloric intake. Assuming everything is normal with your physiology, even the best hypertrophy program will not build relevant amounts of muscle if nutrient intake is inadequate. Did you understand that?

Let's look at some real hypertrophy methods you can use in your current training program to develop more functional muscles.

A warning for bodybuilders: the following could barbecue some of your sacred cows.

Five principles of hypertrophy

1 - Train more often

Forget the idea that a muscle group can only be trained once a week. Strongmen of the past didn't train this way and neither should you. The more often you can perform a growth-stimulating training session, the better.

2 - Forget the time under tension

Don't invest so much in the assumption that hypertrophy-inducing sets must last between 40 and 70 seconds (or is it 20 to 90 seconds? Or 43.5 to 68.7 seconds?).

This would mean that the classic 5 x 5 method does not build muscle, as these sets are not 40 seconds long. Or maybe everyone who uses the 5 x 5 method uses a tempo where each repetition is eight seconds long? No, sorry.

3 -There is a daily limit for muscle stimulation

I would like to quote a slogan from the eighties of the 20th century: "Stimulate, don't annihilate!" (stimulate instead of annihilate). There is an absolute limit to the amount of hypertrophy-inducing stimuli you can set in a given day.

4 -Don't train to muscle failure

You need to prevent your nervous system from becoming overly fatigued if you want to train more frequently. Leave the grunting and yelling to the guys who have 35-inch upper arms and spend your day doing concentration curls and wasting daddy's money.

5 -Train through the soreness

In the beginning, you'll probably have continuous muscle soreness with this program. That's okay! The soreness will go away once your recovery improves and the proper adaptations have taken place. Muscle soreness is your body's way of saying "I need more carbohydrates and protein." So feed your muscles continuously!

The training sessions

If you're comfortable with actually breaking every "hypertrophy rule," you can build muscle fast with this program. And this program is similar to the principles followed by the strongmen of old.

So let's get to the program that will build serious amounts of muscle mass and increase your strength! Keep in mind that you can choose your own exercises. The exercises used below are just examples.

Day 1

  • Sets per muscle group: Chest 10, Back 10
  • Plane of movement: Horizontal
  • Example exercises: Flat bench press, barbell row, seated cable row (both back exercises use an underhand grip with exactly the same grip width as the bench press)
  • Repetitions: 3
  • Weight: 80% of the 1RM
  • Rest: 60 seconds between supersets (i.e. perform a chest set, pause for 60 seconds, perform a back set, pause for 60 seconds, perform a chest set, pause for 60 seconds, etc.)

Day 2 - No training

Day 3

  • Sets per muscle group: thighs 5, abs 5, calves 5
  • Example exercises: Barbell front squats, hanging leg raises, standing calf raises
  • Repetitions: 10
  • Weight: 60% of the 1RM
  • Rest: 60 seconds between mega sets (i.e. perform a thigh set, pause for 60 seconds, perform an abdominal set, pause for 60 seconds, perform a calf set, pause for 60 seconds, perform a thigh set, pause for 60 seconds, etc.)

Day 4 - No training

Day 5

  • Sets per muscle group: chest 5, back 5
  • Plane of movement: Vertical
  • Example exercises: Dips, pull-ups
  • Repetitions: 10
  • Weight: 60% of the 1RM

Breaks: 60 seconds between supersets

Day 6 - No training

Day 7

  • Sets per muscle group: thighs 10, abs 10, calves 10
  • Example exercises: Deadlifts, sit-ups, seated calf raises (note that different exercises are used than on day 3
  • Repetitions: 3
  • Weight: 80% of 1RM

Rest: 60 seconds between mega sets

Day 8 - No training

Day 9 & 17 *

Same training program as day 1 with the difference that 4 & 5 repetitions per set are performed (in other words, you will perform four repetitions per set on day 9 and five repetitions per set on day 17).

Day 11 & 19

Same training program as day 3, using 65% and 70% of the 1 RM weight respectively.

Day 13 & 21

Same training program as day 5, using 65% and 70% of the 1 RM weight respectively.

Days 15 & 23

Same training program as day 7, with the difference that 4 & 5 repetitions per set are performed.

* The days that are not listed are of course non-training days.

Optional arm training

You will probably have noticed that this training program does not include direct arm training. This is because the best gains in upper arm hypertrophy are achieved through multi-joint exercises such as dips, pull-ups, bench presses and rowing.

It's a strange phenomenon. Any exerciser who has been on the iron for more than a year knows that big arms are built through multi-joint exercises, yet people are still convinced that they need direct arm training!

The decision is ultimately up to you. I don't recommend a direct upper arm training option, but some people will add direct arm training to this program either way. Just do what you want.

Follow the same parameters of the plan, but cut the number of sets in half. For example, on the 10 x 3 day with 80% of the 1RM weight (i.e. day 1), do the following:

  • Scott curls, lying tricep press with dumbbells on reverse incline bench
  • Supersets: 5
  • Repetitions: 3
  • Weight: 80% of the 1RM weight
  • Breaks: 60 seconds

On the other upper body day, do the following with 50% of the 1RM weight:

  • Hammer curls on incline bench, tricep press on cable
  • Supersets: 2 to 3
  • Repetitions: 10
  • Weight: 60% of the 1RM weight
  • Breaks: 60 seconds

Feed your muscles.

If maximum hypertrophy is your goal, you should eat a lot and use an advanced diet around your training. Follow the details of this program and you'll be rewarded with enviable muscle mass and a better understanding of "real" muscle-building methods.

One of the great things about the internet is the access it provides to thousands of training programs including photos, videos and of course workout routines.

While this is great for information junkies obsessed with the "how" and "why" of training with weights, the often conflicting information has led to serious information overload that all too often leads to serious paralysis by analysis.

But it doesn't have to be this way. Building muscle, losing body fat or increasing strength are all relatively simple endeavors - especially if you've seen it happen a few thousand times. The fact is, most successful trainers, if you injected them with a truth serum, could probably tell you everything you really need to transform your body in less time than it takes to scan your favorite fitness websites.

My feeling is this: Information is great - as long as it helps you reach your goals faster. In this article, I'm going to help you see through all the confusion and conflicting information by providing you with what you need to build muscle mass.

All killer information and no unnecessary filler. Does that sound good? Then let's get started!

Hypertrophy training - These are the reasons we do it!

I'm going to provide you with the exact strategies for developing a training program that we use ourselves to help our athletes and bodybuilders build muscle mass (hypertrophy).

This includes sets, reps, rest intervals, training splits and a truckload of program design strategies - all of which we've found to be the absolute best for achieving rapid gains.

Goals of a hypertrophy training phase

  • To become more muscular (build lean body mass)
  • Increase metabolic rate: Muscle tissue requires energy. Simply put, the more muscle you have, the more calories you burn during the day. In addition, muscle is metabolically active tissue - it is the physical place where fat is burned.
  • Aligning the development of weaker/less developed areas of the body with the development of the rest of the body: This helps physical athletes achieve the muscle symmetry they need to perform well in competition.
  • Helping full contact athletes such as American football/rugby players to build up some body armor to better cope with constant impact.
  • Build tendon strength and muscle tissue density in preparation for a more intense heavy strength building phase. "Some strength gains unrelated to hypertrophy are possible due to anatomical changes in connective tissue and muscle fiber attachments to tendons."(Jones & Rutherford; Narici et. al., 1989)
  • Helping male fitness enthusiasts look better naked and hopefully pick up more women - hot girls like guys with big muscles!
  • The average length of this phase is 4 to 8 weeks, depending on the individual.
  • With the above in mind, if you are working with a bodybuilder or someone who wants to get more muscular, this phase can be extended to as long as necessary until the athlete has built the desired amount of lean muscle mass.
  • The typical template is hard training for three weeks followed by a de-loading week.
  • Training programs are repeated for 4 to 6 training sessions before they are exchanged for others.
  • Occasionally - after three training sessions - the order of the exercises is changed (the actual exercises remain unchanged). This creates mental variety and slightly alters the physical stimulus and is an effective way to add some spice to your program without drastically changing your program - especially if what you are currently doing is working well.
  • Somewhere in the range of 3 to 5 times per week, depending on the time available to the client/athlete.
  • Each muscle group is trained once or twice a week.
  • The average repetition range we use is 8 to 15 repetitions.
  • Some sets with higher repetitions in the range of 20 to 25 repetitions and even up to 50 repetitions are occasionally added to increase the weekly volume.
  • In hypertrophy programs for advanced exercisers, we use intensity techniques such as descending sets, rest-pause sets and forced repetitions to increase the volume of work.
  • The general set range we use is 3 to 4 sets.
  • Usually the volume is increased every week. During the hypertrophy phase, we prefer to increase volume rather than increase weight or decrease rest periods.
  • In a typical four-week program, the progression might look like this:

o Week 4: 4 sets of 12 to 15 repetitions

  • In this phase we also use repetition pyramids like the following:

o Week 1: 8, 10, 12, 14 repetitions

o Week 2: 14, 12, 10, 8 repetitions

o Week 3: As week 1, but with heavier weights

o Week 4: As week 2, but with heavier weights

  • Wave loading is another method we use during this phase. Here is an example:

o Week 1: 10, 15, 10, 15 reps

o Week 2: 12, 8, 12, 8 repetitions

o Week 3: Same as week 1, but with heavier weights

o Week 4: As week 2, but with heavier weights

Total number of sets per muscle group per week:

  • 12 to 20 total sets per week per muscle group
  • All sets for a muscle group can be performed in one training session or divided into several training sessions (2 to 3) throughout the week.
  • Muscle groups that need the most work to bring them up to the level of development of the rest of the body are trained several times a week.

Pace of repetitions

We don't do much training at a specific tempo of repetitions, although we do use some slower tempo variations during the hypertrophy phase. Aim for 3 to 4 seconds for the eccentric phase and a 2 to 3 second isometric phase. Never slow down the concentric phase - here the pace always remains the same.

Pause intervals

  • The pauses between sets are kept short to increase the growth hormone response.
  • The rest intervals between sets are kept at an average of 30 to 60 seconds.
  • If higher repetition numbers (15 repetitions or more) are used, we increase the duration of the rest intervals to no more than 90 seconds.
  • The intensity of each set is kept in the medium to high range.
  • Beginners or those who are in the first few weeks of a program should keep the intensity in the medium range. Basically, this means leaving 1 to 2 reps in the tank at the end of each set.
  • Advanced exercisers or someone who is in a later phase of a training program should perform the sets to muscle failure and beyond. Occasionally we use the old-school method of "do as many reps as you can and then two more" to maximize growth hormone release.

Intensity/Volume

o "Growth hormone release is related to the degree of exhaustion." (Pyka, 1992)

  • Training volume is kept high during this phase to generate cellular/physiological change (aka hypertrophy). Volume is increased significantly after the first 2 to 3 weeks, after the initial neurological changes that occur whenever your body performs new movement patterns.

o When a new exercise or movement pattern is introduced, progress during the first few weeks is largely based on neuromotor adaptations." (Komi, 1986)

o "After this initial "learning or relearning phase, subsequent strength gains are predominantly based on morphological increases in muscle fiber size." (Sale, 1988)

The training approach

  • During the hypertrophy phase, we mainly use traditional/old-school exercises that mainly involve barbells, dumbbells and machines.
  • Isolation exercises can also be performed during this phase.
  • Although exercises with free weights (barbells and dumbbells) are preferred, machines can also be used. Machines allow for constant tension on the muscles due to their design. A curl movement performed with a dumbbell, for example, offers little or no resistance at the lowest and highest points of the movement. The resistance is only present in the middle section of the movement. Bicep curls performed on a machine, on the other hand, allow tension to be maintained throughout the entire range of motion. This constant tension can be a great advantage for increasing hypertrophy.
  • In this phase, we mainly use one-set methods. For example, perform set #1, pause, perform set #2, pause, perform set #3, etc.
  • Supersets can also be used during this phase. If each set involves different muscle groups, make sure the tempo and rest intervals do not exceed the 60 to 90 second recovery window I mentioned earlier. In other words, this means that if we are performing a push/pull superset using bench presses and bent-over rowing, we need to make sure that the time between sets of bench presses does not exceed 60 to 90 seconds. The same rule naturally applies to bent-over rowing.
  • If you are performing unilateral exercises (only on one side), use the one-set method and make sure that each side does not get more than 60 to 90 seconds of recovery while the other side is being trained.

Some example hypertrophy programs

Here are sample hypertrophy programs with three, four and five training days per week. Keep in mind that these programs are not designed for the purpose of increasing strength or power. These programs are designed exclusively for building serious muscle mass.

Additional training tips for hypertrophy training:

  • Due to the less functional, more visual body development focused training during this phase, perform a few sessions per week of total body and/or low intensity rotational exercises to maintain some level of functional (athletic) ability.
  • Perform some specific abdominal/core training at the end of the session.
  • During this phase, it is crucial that you consume sufficient calories, protein and other nutrients to not only allow your body to build muscle, but also to help you recover from the high-intensity nature of the workouts.
  • Make sure you use the following supplements on a regular basis: Whey protein, BCAAs, creatine monohydrate and beta-alanine. When these supplements are used consistently in conjunction with this program, the changes in body development are dramatic.

Final thoughts

I've just given you the who, the what, the why, the where and the how of building muscle mass. Now you have all the tools you need to get muscular - and most importantly, I haven't given you anything you don't need.

It's now your job to go to the gym and put these methods and techniques into practice.

5 ways to lose fat while building muscle

Here's what you need to know...

  1. People who build fat easily need better insulin sensitivity. Use metabolic techniques such as descending sets, supersets, complex sets and intervals.
  2. Keep carbohydrate intake in the lower range for much of the day, but use pre- and post-workout supplements that contain carbohydrates. Save carbohydrate meals for after your workout.
  3. Heat therapy increases the body's core temperature, which initiates a "heat shock" response. This increases insulin sensitivity by suppressing inflammation and increasing blood flow.
  4. You can increase the amount of brown (good) adipose tissue you have by exercising intensely. You can also activate brown adipose tissue by eating spicy foods and getting more sun exposure.
  5. So-called glucose disposal agents - agents that promote a reduction in blood glucose levels and the use/storage of this glucose in glycogen stores - increase insulin sensitivity and ensure that the carbohydrates are stored as glycogen in the muscles and not as fat.

Build muscle without getting fat

If you build fat easily, it can be an own goal to follow workout and diet advice designed to help skinny guys build muscle mass. Here are five ways that can help people who build fat easily shed the flab and still continue to build muscle.

1 - Train at a higher frequency and volume

Training heavy and frequently is a basic requirement if building muscle is your goal, but if you're a fattie then you need to use a slightly different approach to a 60 kilo skinny boy. High-volume training that keeps your heart rate elevated is perfect for anyone leaning more towards the endomorph body type.

Fortunately, heavy training with weights increases the sensitivity of muscle tissue to carbohydrates. After a heavy training session, your muscles are eager to soak up carbohydrates to aid recovery. This means that the higher your daily training volume, the more sensitive you are to carbohydrates.

In other words, your goal is to increase insulin sensitivity, which is especially important for endomorphs.

The bottom line is that you should train at progressively higher volumes as many times per week as your recovery allows, while incorporating metabolic techniques such as descending sets, supersets, complex sets and interval cardio into your program to maximize fat burning.

2 - Reduce carbohydrates when you are inactive

Eliminating carbohydrates completely - which is also known as a terribly bad diet - has negative connotations, and with good reason. Just the word "diet" in the term ketogenic diet smacks of deprivation, starvation and resisting temptation. And any diet that restricts certain things for too long is doomed to failure.

But in general, those seeking fat loss need to keep insulin in check during inactive times of the day. Sure, insulin is a potent hormone when it comes to improving amino acid uptake and protein synthesis, making it a key to a muscular body, but insulin is also a double-edged sword.

Insulin is effective at moving carbohydrates into muscle and liver tissue (which is good), but it's just as good at moving carbohydrates into fat tissue (which is not so good).

Avoid carbohydrates at breakfast and during the first part of your training day to get the best of both worlds. To do this, replace the carbs with healthy fats and keep your protein intake constant.

This means eating something like a three-egg omelette with spinach instead of a high-carb breakfast of pancakes and waffles (you may be able to eat the waffles and pancakes later in the day - see below).

Having said that, it should be mentioned that we don't want to completely catabolize our muscles so that at the end of the day we look like one of those guys who just successfully finished a Weight Watchers diet. As training time approaches, it's time to eat carbohydrates to maximize recovery.

This isn't really new information, but one study found that 50 grams of pure carbohydrates in a drink consumed during a weights training session eliminated any increase in cortisol levels compared to a carbohydrate-free control drink.

The subjects with the lowest cortisol levels - and the greatest muscle gains - were all in the group that drank the carbohydrate drink, while the subjects with the highest cortisol levels showed the least muscle gains. One subject from the placebo group even lost muscle mass during the study!

A training drink containing cyclic dextrin (due to its low osmolarity) and rapidly absorbable di- and tripeptides, which are quickly digested and activate protein synthesis, would be ideal.

After training, when your muscles will best absorb carbohydrates, you can consume complex carbohydrates - maybe even a few treats in moderation.

3 - Heat things up

Heat therapy - a visit to the sauna would be an example - improves insulin sensitivity by suppressing inflammatory responses. You'll see a consistent theme here - low insulin sensitivity is a common threat to fat loss and anything you can do to improve insulin sensitivity should be a priority.

A hot bath or sauna session causes the body's core temperature to rise, activating the cellular 'heat shock response'. This increases insulin sensitivity by suppressing inflammatory responses and increasing blood flow to working muscles.

You can achieve a similar response with a cold shower or cryotherapy, but I think most people will prefer a relaxing sauna session to an ice bath.

Going to the sauna a few times a week on non-exercise days could be just what is needed to maintain heat shock protein levels that are not activated during sedentary activities. In theory, this should help keep insulin sensitivity at the same level as after exercise, or at least close to this range.

4 - Encourage brown adipose tissue activity

There are several types of fat cells, of which white and brown fat cells are the most relevant.

White fat cells are like an endocrine organ and regulate a lot of body processes. The problem? If they get too big, you too will go wide through mechanisms such as insulin resistance, inflammatory responses and troublesome cardiovascular problems.

You're much better off keeping white fat cells to a minimum and focusing on creating plenty of brown fat. If you are lean and less well insulated by white fat, you will already have a good amount of brown fat. If you are not lean, there are a few things you can do to "recruit" more brown fat:

Exercise more often

A 2012 study found a protein produced by skeletal muscle during exercise that turns fat cells into brown fat cells. This means train, train and train. You already knew you had to do this before anyway, but now you have another reason to push yourself hard.

Eat spicy food and drink green tea

Capsaicin, which is found in hot peppers, has a thermogenic effect and suppresses appetite. Although freezing seems to be the best way to increase brown adipose tissue activity, the spicy capsaicin strangely mimics the effects of cold on brown adipose tissue and stimulates it in the same way. Green tea works through a similar pathway.

Get a moderate amount of sun

When skin cells are tanned, melanin is activated. This antioxidant, which has been shown to have anti-inflammatory properties, could be the body's defense against obesity-related diseases such as type 2 diabetes due to these anti-inflammatory effects on fat cells.

You may have heard of a compound called melanotan II, which activates melanin and thereby increases the activity of brown adipose tissue. This compound has been used experimentally as a tanning and weight loss agent.

Eat the right foods

Conjugated linoleic acid (CLA) and essential fatty acids are found in larger quantities in wild fish, meat from grass-fed cattle and supplements. These fatty acids mimic the activity of brown fat cells by stimulating fatty acid oxidation.

5 - Know your GDAs

So-called Glucose Disposal Agents (GDAs for short) - agents that promote a reduction in blood glucose levels and a utilization/storage of that glucose in glycogen stores - are another tool in your insulin sensitivity toolbox. They help ensure that carbohydrates are stored as glycogen in the muscles and not in fat tissue. (They can't make up for poor nutrition, of course.) Here are the best GDAs in my opinion:

  1. Cyanidin 3-glucoside: C3G has the ability to control nutrients and direct them preferentially into muscle cells, rather than fat cells. C3G is a particularly effective insulin sensitivity tool. Use C3G before carbohydrate-rich meals or your workouts to build more muscle and less fat.
  2. Cinnamon: Not only does cinnamon help insulin do its job better, but it also has insulin-mimicking properties, which means it can transport nutrients to the muscles even in the absence of insulin. Cinnamon is easy to incorporate into your diet right away. Everyone has cinnamon on their spice rack at home and it tastes good with many things.
  3. Alpha Lipoic Acid: ALA occurs naturally in small amounts in muscle meat, heart, kidneys, liver, etc., but must be taken as a supplement to work as a GDA. The regular ALA version should be taken in a range of 600 to 900 mg per day (primarily after training and immediately before a carbohydrate-rich meal), while the recommended intake for R-ALA is about half this amount. ALA can be taken several times a day before meals with carbohydrates or once after training with your post-workout meal.
