The anatomy of repetition

Most strength training programs are based on just one thing: repetitions. How many times have you heard things like "you need to do 1 to 5 reps for strength and 8 to 12 reps for mass" and other such pearls of wisdom from Michelin Man Joe, the self-proclaimed expert at your gym? And if you're like me, you've heard this a bazillion times!

The problem I've always had with this kind of thinking is that the way you perform the reps is just as important as the number of reps! Ten repetitions performed at a very fast pace will have a very different training effect to 10 repetitions performed in a slow and controlled manner. I have seen many people train mainly in the 8 to 12 repetition range and not build an ounce of muscle in three years! The problem was that their sets of 8 to 12 reps only lasted as long as their average sexual experience: five to ten seconds! Many of these problems were solved when the concept of time under tension came into play. Time under tension became a buzzword in the training kingdom. Along with tempo, time under tension improved the training process - at least when it came to hypertrophy (muscle mass).

These concepts helped training enthusiasts around the world stimulate more muscle growth by moving away from 5 to 10 second sets to more productive hypertrophy protocols. In addition, these concepts gave the average exerciser greater flexibility. As long as each set lasts 40 to 70 seconds, it will stimulate a lot of hypertrophy gains. However, time under tension has some problems of its own. For one, it's a system (if you want to call it that) that is highly impractical for most athletes, mainly due to the fact that it's all about slow controlled repetitions. These are great for hypertrophy, but not so great when it comes to power and speed. Athletes need to train fast for at least 30 to 40% of the time to get the most gains from their training.

Time under tension and training tempo are also not well suited for maximal strength training. Who would use a specific tempo ("count" the speed on reps) when trying to move near max or max weights. This is not only unproductive, but also dangerous. In addition, it becomes harder to maintain a certain speed of movement when the training weight gets heavy. At a certain point, you're just pushing against the damn weight and hoping it moves up! Pace is probably the last thing on your mind at this point!

This is part of the reason that time under tension and training tempo have gone out of fashion with strength athletes everywhere. However, I don't think we should throw the baby out with the bathwater! There is a form of "time under tension" training that is highly effective and applicable for athletes: timed sets.

What are timed sets?

Timed sets are a form of time under tension training without the tempo variable. This type of training involves choosing a specific time slot that suits your needs and then performing as many repetitions as possible within that time slot. For example, if you are a field hockey player, your reps will last 30 to 45 seconds, so this is a good window for timed sets. You simply try to perform as many repetitions as possible within 30 to 45 seconds. This allows you to simultaneously train the specific energy systems used in your sport while also targeting power and speed. Another advantage of this method is the development of functional hypertrophy instead of non-functional hypertrophy without having to use maximum weights. Some athletes do indeed need more muscle mass. The problem, however, is that the mass they build when they use classic bodybuilding training to achieve their goals is not fully functional and there is little, if any, neural improvement.

A second alternative is to have the athlete perform a large number of heavy sets (80 to 95% of the maximum weight for one repetition) with few repetitions. This is certainly more effective for an athlete as the newly built mass tends to be more functional and there is significant neural improvement. However, this method can be potentially dangerous, especially when used by athletes without a sufficient strength base. In most cases, athletes who are severely lacking in muscle mass will not do well with this method of training.

In short, timed sets offer the best of both worlds! They allow you to stimulate muscle hypertrophy using relatively long sets (40 to 70 seconds) and light weights by performing as many lightning-fast repetitions as possible (while still making sure to maintain proper exercise form, of course). With this form of training, you can significantly increase muscle mass while also heavily engaging the nervous system and improving your capacity to move faster. Forget supersets - there are superman sets! What more could you want as a general form of athletic training?

Obviously timed sets are best for working on power/speed, strength endurance, muscular endurance and functional hypertrophy. Their only weakness is limited strength development, which is why heavy training should not be completely avoided. Both methods can easily be combined in a program to ensure full development of all motor capacities.

Training parameters

The beauty of timed sets is that they allow for a lot of variation: the duration of each set can be modified to better develop a specific capacity. The only thing to remember is that each repetition should be explosive - or at least very fast - within the chosen time window. This means that you won't even come close to muscle failure.

Here is a short list of possible applications for this method and its general impact on your physical capacities:

1) Very short sets

- Duration: 5-10 seconds
- Load: 50-60%
- Number of sets: 8-12
- Maximum strength development: very high
- Hypertrophy development: low
- Muscle and power development: low

2) Short sets

- Duration: 10-20 seconds
- Load: 40-50%
- Number of sets: 6-10
- Maximum strength development: very high
- Hypertrophy development: moderate
- Muscle and power development: low

3) Moderate sets

- Duration: 20-40 seconds
- Load: 30-40%
- Number of sets: 4-8
- Maximum strength development: high
- Hypertrophy development: high
- Muscle and power development: moderate

4) Long sets

- Duration: 40-60 seconds
- Load: 20-30%
- Number of sets: 3-6
- Maximum strength development: moderate
- Hypertrophy development: high
- Muscle and power development: high

5) Very long sets

- Duration: 60-90 seconds
- Load: 10-20%
- Number of sets: 2-3
- Maximum strength development: low
- Hypertrophy development: low<

Progression

Similar to Staley's EDT, your goal is to increase the number of repetitions you can perform within the time window. Once you have added a significant number of sets to each set, you can increase the load. Be patient, the goal is to perform the repetitions faster. Only increase the load if you don't need to reduce the speed too much. The ideal number of repetitions would be as follows:

- Very short and short sets: 1.5 repetitions per second
- Moderate sets: 1 to 1.25 repetitions per second
- Long and very long sets: 0.75 to 1 repetitions per second

If you can reach these thresholds, you can increase the weight.

Conclusion

Timed sets have a lot to offer athletes and bodybuilders. They will allow you to develop physical capacities that are directly applicable to your sport, while being gentle on your body (which can be important for athletes who play contact sports).

Furthermore, this method can be used all year round without risking overtraining. It's an interesting tool to add to your toolbox and if power and speed are important to you, then you should definitely add it to your arsenal.

Make your shoulder muscles burn!

Here's what you need to know...

  1. Powerful looking shoulders will have the biggest impact on your overall appearance and even make your waist look smaller.
  2. Remember to train bodybuilder style and avoid training like a grandmother. To get stubborn shoulders to grow, use a range of intensity techniques.
  3. The pump serves a purpose. To get the most out of it, you need to activate the muscles and load them up with nutrients beforehand.
  4. Build slow-growing shoulders by giving them at least one dedicated training day in the gym.

The V-shape turns heads

It doesn't matter if you're a man or a woman. Bigger shoulder muscles will make your waist look slimmer and give you that coveted V-shape upper body that tells the world you don't miss workouts.

Broad shoulders turn guys into guys and gals into athletic women. The best bodies feature a shoulder girdle that makes the waist look small.

Some have even gone so far as to calculate the perfect shoulder to waist ratio using classic bodybuilders. The best look is achieved when your shoulder circumference is 1.618 times your waist circumference.

However, you don't need to get out the tape measure. It's enough to know that one of the most important things you can do to improve your physical appearance is to build up your shoulder muscles.

There's just one problem with this. Some people are genetically punished with slow-growing shoulders. But we can make the most of our genetic potential in shoulder development by avoiding these training pitfalls.

5 reasons your shoulder muscles stop growing

1. you forget to train like a bodybuilder

Performing just one exercise for the shoulders won't cut it. This approach may be fine for strength, but not for hypertrophy.

So if you are married to shoulder presses and only perform shoulder presses for the shoulders, then your shoulder mass and shape change will stagnate after a while.

You need a variety of exercises to maximize all three shoulder muscle heads (anterior, lateral and posterior shoulder muscle head). You also need to use as much weight as you can tolerate at a range of different repetition ranges - not just the 1 to 5 range.

Remember that building muscle means increasing time under tension, using descending sets and mechanical descending sets, and knowing when to train with heavier weights and lower reps and when to train with slightly lighter weights and slightly higher reps.

2. you train like grandmothers

Yes, controlled (and even slow) eccentric repetition - the lowering or negative phase of the movement - is an important component of hypertrophy. But exercisers challenged by their shoulders often forget the importance of the concentric or lifting phase of the movement. They move the weight up with the speed of a grandmother.

Remember that a fast concentric tempo can recruit high threshold motor units, which have the greatest potential for muscle growth.

If you struggle with speed, pay more attention to the lifting phase. Move the weight up explosively and lower it back down to the starting point in a controlled manner.

Tip: De-emphasize the eccentric phase by counting each repetition at the beginning of the repetition rather than on the way back to the starting position.

Moving the weight up should feel powerful - even if there is a smooth transition from concentric to eccentric phase. Less Tai Chi, more Muay Thai.

Yes, using a steady cadence can be of value when performing multiple reps, but if you're letting an extra slow tempo stop you from increasing the weight, then you're doing something wrong.

3. forgetting to increase your training load

Do you habitually grab the same pair of dumbbells when you train shoulders? If you're using the exact same dumbbells week after week, try doing a few reps with dumbbells that are one step heavier than the dumbbells you've been using.

You may well surprise yourself and find that a few repetitions turn into a full set of 8 to 10 repetitions.

Don't worry if you can only manage two or three repetitions. Just do what you can and then reduce the weight to a weight you can handle better. Next time, try to do four repetitions before reducing the weight, then 5, then 6, and so on.

4. you pinch during a set

Some exercisers finish their workout sets when they have several more reps left in the tank.

Try rest-pause when you feel your muscles start to become fatigued. Pause briefly at the lowest point of the movement, take a few breaths and perform a few more reps before finishing the set or moving on to lighter weights for a descending set.

You will be able to work your shoulders and move the weight up explosively and have the energy to perform more repetitions. You may well feel your shoulders working even harder if you have to start the concentric phase without momentum from the previous repetition.

If rest-pause is not possible, then simply perform a few more repetitions with a lighter weight through descending sets.

5. you don't feel the shoulder muscles working

It is possible for an exerciser to perform a demanding shoulder training session and still barely feel their shoulder muscles being activated. It is as if the work has been done but the shoulders have slept through the training session.

Training the shoulders directly after a hard chest day can be the cause of this. Your chest will be activated during pressing exercises and you won't feel your shoulder muscles because your pecs are "screaming" too loudly. (And yes, women have this problem too).

The simple solution is to separate chest training from shoulder day in your training schedule, or you can train chest and shoulders on the same day, prioritizing shoulders first if they need a higher priority.

Another possible reason that you may not be able to create a mind-muscle connection with your shoulder muscles is that you are simply going through the motions. Wake up your shoulders, try to pause at the point of maximum contraction and consciously tense the shoulder muscles hard. Optimize your exercise form when you are in this paused position until you can feel stimulation in the shoulder muscles.

Then slowly lower the weight back down to the starting position and try to perform a few more sets with isometric pauses until you start to feel the tension. The rest of your reps should set your shoulders on fire - in a positive way. These pauses work really well with cable exercises like face pulls.

Hypertrophy training for the shoulders often burns and hurts - but make sure it hurts and burns in the right places. Not in your pecs, not in your biceps and not in your trapezius.

The pump is functional

It's not just good for selfies and poses in front of the mirror - achieving a muscle pump serves multiple purposes.

Pumping blood (and the nutrients it carries) into the muscle plays an important role in hypertrophy. The better you pump blood into a working muscle group, the more potential for growth that muscle group will have.

This means two things:

  1. Techniques like the bodybuilding techniques described above that give you a stronger pump give you a greater chance for shoulder muscle growth. This means that training programs that lack such techniques are limited in their ability to make your muscles bigger.
  2. The pump relies on nutrients being available to be pumped into the muscles. Have you ever gone to the gym starving? Muscles that lack nutrients do not reap these benefits. They suppress muscle growth when there are no nutrients available to be pumped into the muscles you are training.

This means that if you're obsessed with fat loss and are training on an empty stomach and empty glycogen stores, you can't expect to see stubborn shoulder muscles (or any other muscle group) grow. In fact, this is a perfect recipe for atrophy.

What's the best thing you can pump into your working muscle cells? Anabolic and insulinogenic nutrients. I use a high quality product with functional carbohydrates and hydrolyzed protein to fuel my muscles before and during training.

A dedicated shoulder day

The following training program should be performed on a dedicated shoulder training day. This is a very strenuous specialization program that should be performed once a week. If your shoulders are particularly stubborn, you can add some less strenuous shoulder training to another training session later in the week.

Shoulder presses with double descending sets:

Arnold Presses and shoulder presses will prepare your shoulders for the rest of the workout. Use a mechanical descending set to transition from Arnold Presses to dumbbell shoulder presses and then perform a descending set with a reduction in weight. For mechanical descending sets, do not reduce the weight, but use a slight modification to the exercise that allows you to perform more repetitions after reaching muscle failure.

Warm up

Choose a weight that is heavy enough to work your shoulders. Perform 10 to 15 clean repetitions with this weight. If you can do a lot of reps with ease, then your warm-up weight is too light and you should use a heavier weight.

You should feel tension in your shoulder muscles even when using your warm-up weight. Keep your warm-up weight within reach.

Work sets

  1. Use a heavier pair of dumbbells. If you are a man, the weight should be heavy enough that you can perform no more than 7 to 8 repetitions. If you are a woman, you should not be able to do more than 8 to 10 repetitions. If you can do more than this number of repetitions, then you should increase the weight.
  2. If you are unable to perform more repetitions of Arnold Presses, perform standard dumbbell shoulder presses (without rotation) using the same weight. You should be able to perform a few more repetitions, especially if you use rest-pause between the last repetitions.
  3. Without pausing, grab your warm-up dumbbells and repeat: Arnold Presses to muscle failure and then dumbbell shoulder presses.

That's one set. Perform two more sets in the same way.

Flying movements for the rear shoulder muscles (side raises lying bent over) and front raises with a weight plate - descending set and superset:

Adjust the back pad of an incline bench so that your arms hang down in front of your body as you lie prone on the bench. Prepare three sets of dumbbells: heavy, medium and light. For our volume goals, "heavy" means a weight with which you can perform 12 to 15 clean repetitions.

Also place a 10 to 15 kilo weight plate within reach.

  1. Start with the heavy dumbbells. Pause for a moment when you reach the point of muscle failure after 12 to 15 repetitions.
  2. Without putting the weight down, perform as many partial repetitions through the lower part of the range of motion. You can use momentum on these partial repetitions as long as you feel your shoulder muscles working. If you are struggling to feel your shoulders working, try to straighten your elbows or position your wrists optimally.
  3. After this, grab the medium dumbbells without resting and perform another set of flying movements for the back shoulder muscles. As soon as you start to feel fatigue, move on to partial repetitions with momentum.
  4. Without pausing, grab the light dumbbells and perform another set.
  5. Then stand up and perform 10 repetitions of front raises with the weight plate you prepared earlier. Move the plate up slightly above your head.
  6. Repeat the whole exercise two more times.

It may be necessary to bend or straighten your elbows a little more, position your hands differently or change the angle at which you lift the dumbbells to get the tension in the right areas. Optimize the form of the exercise execution during the set if you don't feel the strain in your shoulders.

Reverse flying movements on the cable, side raises, alternating front raises as a compound set:

This is another great way to train all three shoulder muscle heads. If you prefer to do the last two exercises on the cable as well, feel free to do side raises on the cable and front raises on the cable. I prefer dumbbells because it is quicker to grip dumbbells than to set up the cable pull differently.

Don't worry if the dumbbells need to be light for this compound set - your shoulders should already be exhausted to some extent at this point.

  • For reverse flying movements on the cable pulley: 10 - 15 repetitions, fast and controlled concentric movements. When you reach the point of muscle failure, perform a few partial repetitions in the lower or upper part of the range of motion. Then move on to side raises without pausing.
  • For the side raise: 10 to 15 repetitions. There are several correct variations of this exercise. Choose the variation that feels best for you in terms of the joints and the mind-muscle connection.
  • For the alternating front raise: Again, 10 to 15 repetitions. Try to maintain tension in the shoulder that is not being lifted.

Perform three rounds of this compound set.

Perform face pulls at the end of your back day if you are no longer able to do them on your shoulder day. Face pulls work the back shoulder muscles like no other exercise.

Perform three or four sets throughout the range of motion. At the end of the range of motion, try to take a deliberate pause of 2 to 3 seconds if you are having trouble feeling this exercise in your shoulders. Go until just before the point of muscle failure. Your shoulders should hurt, not your joints. Your weight should not have to be heavy to feel your shoulders.

There are several face pull variations. I like the seated variation on a cable rowing machine. Find the best variation for you. Remember to keep your elbows high when doing this.

Tip: If you train your back the day after your shoulders, this is a great time to do this exercise at the end of your workout. Training shoulders the day before back training will not interfere with your back training. And if you train the shoulders lightly again on the back day, then you don't have to worry about training the same muscle group two days in a row. Doing this can even have a positive effect on hypertrophy.

Don't neglect face-pulls, as these will help you keep your shoulders healthy and you'll need healthy shoulders to keep training them hard enough to make them grow...which is exactly what will turn stubborn shoulders into impressive shoulders.

How I build muscle and lose fat FAST!

My fastest program for building muscle and losing body fat

When I'm hired to get an athlete, bodybuilder or actor into the best shape of their life - and have them lose nearly all body fat while building 15 to 20 pounds of functional "show muscle" - I have hundreds, maybe even thousands of programs I can use to help them achieve that goal.

But when there's the added challenge that all of this has to be done within a short period of time by an obvious deadline, and thus I have a limited amount of time to give him that amazing look of pure strength, there's only one type of workout I can use: Star Complexes.

No, not those complex es. Not the complexes you've read so much about. I'm talking about real complexes. But not only that - I've taken the idea of complexes to a whole new level.

Soviet-style complexes for bodybuilding

If you're familiar with complexes, then you've been misled. Rather, you have not been told the whole story.

First, erase from your mind anything that you think is a complex. You know, standing in one place with the same bar, doing a series of exercises without rest and usually with a light weight. We used this type of method when I was an Olympic weightlifter. We called it warming up.

Real complexes originated in the Soviet Union. Later, Dr. Donald Chu wrote about this "secret" training method and used it to prepare athletes for three different Olympic Games.

Complexes are simply blocks of exercises. The Soviets used only two exercises in their complexes - a strength exercise and a power/explosive exercise. The idea was to train both extremes of the strength curve.

My former football coach, who later became my mentor, introduced me to this idea. He had us do squats and then jump squats straight after. Both exercises are the same movement pattern, they just train different capacities.

This was an amazingly effective training method and I experimented with it for years. Today, I use complexes with every athlete I train at one time or another. Complexes allow you to work on power/explosiveness, strength and speed while building some significant muscle mass in the process.

I have now perfected this method and the results from my clients are nothing short of shocking. My version of complexes is simply this: a shortcut to that coveted power look.

Thibaudeau Star Complexes

I've taken the concept of complexes and drilled it up. Instead of training just two points on the strength-speed curve, I train five points, which is why I call these complexes Star Complexes.

Each complex uses five exercises with the same movement pattern. The five exercises are performed one right after the other, starting with a heavy/slow movement as the first exercise. Each subsequent exercise will be lighter in resistance than the previous exercise, allowing progressively faster repetition speeds.

Don't worry if you don't understand everything yet. I will give you easy to understand examples a little later.

Explosive fat loss!

This progressive method generates a powerful metabolic effect that is optimal for fat loss, especially when combined with short rests. Although they should be short enough to keep the heart rate elevated, these pause intervals should not be so short that they reduce performance. Fat loss is further enhanced by the addition of a strength-endurance exercise at the end of the complex.

Most of my fat loss complexes consist of two heavy and three explosive exercises. The reason for this? Explosive movements have a greater effect on fat loss than slow movements. A complex that includes three explosive exercises will be effective for fat loss on its own. Add a strength-endurance exercise at the end and it will be even more effective.

And remember that the faster you can train without a decrease in performance, the better. Explosive work increases insulin sensitivity in muscle tissue more than any other type of exercise. If you emphasize eccentric action too much, then you actually reduce insulin sensitivity. In fact, intense eccentric work can reduce glycogen resynthesis for up to 36 hours!

So by performing mainly explosive exercises, you sensitize the muscle cells to insulin, resulting in less fat storage. This is followed by a powerful increase in the levels of catecholamines, which results in further increased energy expenditure and keeps the metabolic rate elevated for a few hours after the training session.

Last but not least, there is the enormous amount of calories burned by performing the big exercises. Your muscles are like an engine: the bigger they are, the more fuel they burn. Big basic exercises mean a large amount of calories burned.

Four types of movement patterns

I break down the body's actions into four basic exercise schemes:

  1. Deadlifts
  2. Squats
  3. Overhead press
  4. Bench press

Each complex targets one of these movement patterns and you will perform 2 complexes per day, paired as follows:

The following rules apply when performing the complexes:

  1. Perform the 5 exercises of Star Complex A as a circuit, pausing for 30 to 90 seconds between exercises.
  2. Depending on your goals and abilities, perform 4 to 6 rounds of the complex.
  3. Pause as long as necessary to prepare for Star Complex B.
  4. Perform the 5 exercises of Star Complex B as a circuit, pausing for 30 to 90 seconds between exercises.
  5. Depending on your goals and abilities, perform 4 to 6 rounds of the complex.

Maximize results through optimal training supplementation

Complexes can be used for different goals: Fat loss, strength and power gains, and building high performance muscle mass. No matter what you want to achieve, complexes can do it! However, I have designed this specific program as a program for maximum fat loss and gaining as much muscle mass as possible, so my supplement protocol will also reflect these goals.

It's important to understand that even if you are in a fat loss phase, it doesn't mean you can't also get stronger and build muscle. I've trained several bodybuilders who set personal bests the week before their competition - and this was after weeks of hardcore dieting! To maximize your results - especially when training at this level - you need the right supplements and nutrients before, during and after training.

Here are my recommendations for maximum results:

  • Drink a shake containing functional fast-digesting carbohydrates and readily available di- and tripeptides 15 to 20 minutes before your workout and halfway through your training session.
  • Drink a shake containing fast-digesting protein 30 minutes after training.
  • Eat a regular meal 60 to 90 minutes after your workout.

What kind of results can you expect?

I've seen dramatic results time and time again.

I've seen field hockey players lose 5% body fat in five weeks without changing their diet. I've seen fitness girls lose 20 pounds in six weeks while getting stronger. And I've seen football players completely reshape their body composition in 6 weeks while increasing the weight of some of their exercises by 20%!

Complexes performed in this way work. For every body type. For every goal. That's how effective they are. They are one of my best "secrets". And now you know this secret. Get to work!

This first exercise is your heaviest and the upper half of the movement will allow you to use more weight than your regular deadlift. Start with the bar slightly above your knees. This exercise is good for building your trapezius and upper back.

One step up on the strength-speed curve is heavy deadlift, but not super max. The speed of the exercise should be higher than in the previous exercise.

Now we come to the power-speed range of the curve. Concentrate on the explosive execution and not on the weight used. If you start from blocks, this is better for explosive power at the beginning (e.g. sprint start) and if you start from the hanging position, this is better for movements where you need to quickly switch from eccentric to concentric (e.g. running and jumping).

Performing this powerful exercise from blocks focuses on the explosive starting power required for a sprint start. In contrast, the hanging variation is more transferable to movements where you need to switch quickly from eccentric to concentric movement, as is the case in running.

This exercise is performed with a minimal downward movement of a maximum of a quarter squat and no more. Keep the torso as upright as possible to focus on the explosiveness of the quadriceps. A load of 20% of your maximum weight for squats is adequate.

Go down briefly and quickly and then reverse the movement as fast as you can. The transition from walking down to jumping should be lightning fast.

Maintain a crouched position (knees bent to 90 degrees) and sprint backwards for 30 meters. This will be hell on the quadriceps and especially the vastus medialis.

Strive to create a sort of "shoulder rest" from which you can press by resting the bar on your shoulder muscles at the beginning of the movement. Use a slight swing from the legs to overcome the weak zone of the movement as you firmly push the weight up with your arms.

This is a very effective speed-strength exercise for the upper body. Concentrate on pushing with both arms equally as most will tend to only use one arm. The exercise is similar to a basketball pass, but overhead.

It is not necessary to move your chest all the way down. Just like jumping, we want a short and quick downward movement and a minimal transition time to the upward movement. Stop when you lose your momentum.

The new science of training to muscle failure

Where do the gains come from?

Quick quiz question: Which is better for building muscle mass?

  1. Performing technically correct, explosive repetitions of the big basic exercises without forcing repetitions, thereby maximizing strength production and improving both intermuscular and intramuscular coordination. Or...

  2. Training to muscle failure with moderate weights.

Well, choice number 1 has always been the cornerstone of my training philosophy. Why? Because explosive, technically correct repetitions of the big basic exercises stimulate maximum strength development. And an increase in strength is essential for building muscle mass. But I was forced to rethink my position.

When it comes to training to muscle failure, I always thought we should avoid it. But now it's clear that maximizing muscle growth without training to muscle failure might be impossible.

The trigger for muscle growth

A recent study has found that when it comes to hypertrophy (muscle growth), weight doesn't really matter if you go to muscle failure. The same amount of muscle growth and protein synthesis occurred with 3 sets to muscle failure at 30% of maximum weight and 3 sets to muscle failure at 80% of maximum weight.

What does this mean? Training to muscle failure leads to maximum recruitment of muscle fibers regardless of training weight.

Shocked? I was. It's not so much the value of training to muscle failure that surprised me, but rather the fact that when it comes to stimulating hypertrophy, reaching muscle failure could be the main trigger for growth. Not the weight moved or the explosiveness used, but the muscle failure itself.

The science

Here's a closer look at the study:

  1. Three sets to muscle failure with 30% of 1RM weight resulted in the same hypertrophy gains as 3 sets to muscle failure with 80% of 1RM weight. This suggests that the weight used is not the main factor in stimulating muscle growth. If it was, then the 80% group would have achieved greater gains.
  2. Three sets to muscle failure with 80% of 1RM weight resulted in twice as large gains as one set to muscle failure with 80% of 1RM weight. This seems to indicate that volume is important for hypertrophy. But the fact that three sets at 30% of 1RM weight resulted in the same gains as three sets at 80% of 1RM weight shows that volume itself is not the main reason for hypertrophy.
  3. The exercisers who trained to muscle failure with only 30% of the 1RM weight were obviously able to perform many more repetitions per set than the exercisers who trained to muscle failure with 80% of the 1RM weight, and yet both groups showed the same hypertrophy response. Thus, the volume or number of repetitions per set cannot be the reason for the hypertrophy stimulation.

The true trigger of muscle growth

Reaching muscle failure - and not the accumulation of muscle fatigue - appears to be the trigger for growth. So you can't simply do more work to achieve more growth if you never reach the point where you trigger maximal hypertrophy. This means that reaching muscle failure on a set is likely the trigger for optimal growth and protein synthesis.

In the study, reaching three "muscle failure triggers" caused more hypertrophy than just one "muscle failure trigger". And as long as these triggers were present, hypertrophy was the same regardless of the weight used. So if you're training for gains in muscle mass, weight doesn't really matter. And it follows that the burden of increasing the weight in each training session or performing more repetitions to achieve hypertrophy is no longer present as long as you reach muscle failure.

If you are a dedicated strength athlete, then you probably won't want to train at 30% of your 1RM weight. You will either get bored or fall asleep before you reach muscle failure. But being able to choose how heavy you want the weight to be gives you more freedom. If you are performing an exercise primarily to build muscle mass, then you can choose the weight that allows you to feel your muscles working best. You will find an ideal point at which a weight feels just right.

Sure, you can move more weight (sometimes a lot more), but even though you're using more weight, you won't feel it as much in the target muscles, which means you won't feel the same contraction quality. And even if you use a weight that is too light, you won't feel the contractions as well.

Now that we don't have to be fixated on increasing the weight from session to session, we can simply focus on achieving muscle failure with the weight that feels best in the muscle. Even if it takes several training sessions to increase the weight, it doesn't matter as long as you reach muscle failure. Simply increase the weight when it no longer feels right for the muscle.

Muscle failure and not exhaustion

To make sure we're talking about the same thing, let's first define muscle failure: Reaching a point where you try to move a weight up after performing a certain amount of mechanical work (repetitions), but fail to do so despite trying very hard.

It seems that reaching muscle failure is the main stimulus for growth. Something happens when you try to move a weight (that you were only able to move up several times seconds before) that sends a signal to the body that it needs to adapt. The inability to perform a task that you were able to perform seconds before is the trigger.

Now don't ignore the value of mechanical work. What would happen if we took this idea to the extreme? Let's say you use a weight that you can barely move upwards. After the first repetition, you try to do a second and reach the point of muscle failure halfway through. Sure, you reach muscle failure, but it's doubtful that this approach will stimulate maximum hypertrophy. So even though muscle failure is the main trigger for muscle growth, a sufficient amount of mechanical work must be performed on a set before reaching muscle failure to stimulate the best results.

So what is the best weight for muscle gains?

The study compared 30% of 1RM weight to 80% of 1RM weight and concluded that the same amount of hypertrophy occurred when muscle failure was reached. So is there a specific weight you should use or does weight even matter?

First of all, you should not think that using more than 80% of the 1RM weight will help you achieve better results in terms of hypertrophy. In fact, using too heavy a weight will lead to less muscle growth when using the muscle failure model. If you use too much weight, then muscle failure will not be preceded by enough mechanical work (repetitions) to maximally activate protein synthesis.

I also doubt that light weights in the 30% to 50% of 1RM range would be optimal for normal, healthy strength athletes. However, these weights could be a viable way for injured athletes to still train. Healthy, experienced athletes, on the other hand, might find it difficult to get the most out of a weight in the 30% to 50% of 1RM range because the repetitions won't feel right. You won't achieve the same muscle tension as with slightly heavier weights, although in theory at least this doesn't matter as long as you reach muscle failure.

But if the first part of a set doesn't give you feedback quickly enough in the form of a feeling of tension, then it's easy to lose focus. As a result, you may find yourself simply going through the repetitions instead of achieving the same quality muscle contractions throughout the set. This reduces the efficiency of each repetition and the likelihood of achieving true muscle failure. You will achieve psychological muscle failure instead.

For most people, the 60 to 80% range would be optimal when training for hypertrophy using the muscle failure model. This would mean about 8 to 15 repetitions before reaching muscle failure.

And as long as you stay in that zone and reach muscle failure, the hypertrophy results will be the same. So you don't have to find the perfect percentage and you don't have to increase the weight every training session. You could even use 80% of the 1RM weight on the first session, 65% of the 1RM weight on the second, 75% of the 1RM weight on the third, etc. and still achieve maximum muscle growth each time.

The most important factor in choosing the weight is to choose a weight that makes the muscle tension feel right from the first repetition. Heavy enough to feel a lot of muscle tension, but not so heavy that you lose tension in the major muscle groups because you are compensating with other muscles or shifting tension to the connective tissue.

What about strength?

Training to muscle failure with moderate weights can build strength. Even the Westside powerlifters use the repetition method with sets of 12, 25 and even 50 reps per set for some exercises. They wouldn't do this if it didn't do anything for their strength.

If you train to muscle failure with lighter weights, you can increase the strength of the muscles you train, but if you want to be strong in certain exercises, it is essential to train these exercises with heavy weights as well. Moving heavy weights is not only about muscle strength, but also about neural efficiency.

Even if training to muscle failure during the set will recruit the most muscle fibers, this does not mean that intramuscular coordination (better cooperation of muscle fibers to develop maximal strength), pulse frequency rate and rate of activation will be optimal to perform an exercise with maximal or near-maximal weight.

Being able to produce force with a muscle is a general physical quality, but being able to use that capacity to produce a heavy force output is a skill. This must be trained.

The problems with training to muscle failure

1 - It is draining.

Training to muscle failure can be too demanding for large multi-joint exercises. Is it really a good idea to go to muscle failure on squats, deadlifts, standing shoulder presses or power deadlifts?

The total load of performing a set of one of these exercises will be very high for the body. Now imagine three sets, which seems to be the optimal number of sets! The metabolic demands could be enough to ruin your capacity to train hard during the rest of the session and could also affect the amount of training frequency you can use during a week.

2 - It must be performed in isolation

The methods aimed at the nervous system (heavier, more explosive training) and the methods aimed at stimulating muscle growth (training to muscle failure) should not be used at the same time on the same exercise. Training to muscle failure is best used with isolation exercises or exercises on machines, which are much less demanding on the nervous system.

3 - It is not optimal with multi-joint exercises

The big multi-joint exercises are not the best option for training to muscle failure because you will rarely - if ever - reach muscle failure in any of the muscles involved. It's not about not being able to do another repetition of an exercise. It's about not being able to contract a muscle hard enough to continue the set. But people tend to see muscle failure as an inability to continue the movement - the "keep going until you can't do another repetition" muscle failure. They focus on doing as many reps as possible instead of focusing on causing true muscle failure.

What's the difference? Two things: First, you can compensate by adjusting your posture during the set so that you use other muscle groups when the target muscle starts to get tired. You think you are stimulating the muscle more by doing more repetitions, but in reality you are stimulating the target muscle less by allowing other muscles to do the work.

Secondly, you are using the minimum amount of effort for each repetition to be able to perform more repetitions, rather than trying to contract the muscle as hard as possible with each repetition. On the contrary, you should be more proud of being able to achieve muscle failure with fewer repetitions - this means you are doing a better job of contracting the muscle to produce more tension with each repetition.

If we go back to our multi-joint exercises, going to muscle failure doesn't mean you've reached contractile muscle failure. You've just reached the point where you can't perform any more repetitions.

In reality, it is likely that no muscle involved in the multi-joint exercise has reached contractile failure. Instead, it is the ensemble of muscles involved that can no longer produce enough total force to perform another complete repetition. Fatigue is spread across many muscles - it is not just the target muscle that reaches failure. Multi-joint exercises are better for heavier training - practicing producing force against a high resistance, which should be part of any training program.

4 - It's easy to fake muscle failure

There is also a possibility that you are fooling yourself and therefore unable to achieve muscle failure. We've all fooled ourselves when we've "induced" muscle failure, even when it would have been possible to go a little further. And some simply cannot tolerate the uncomfortable feeling of training to muscle failure. If you're using a system based on training to muscle failure and you can't actually achieve it, then you won't get the benefits of that program.

5 - You can't use high volume

Training to muscle failure is much more demanding than stopping just before reaching muscle failure. Thus, you cannot perform the same amount of volume as you would using a regular bodybuilding program where you stop each set just before reaching muscle failure.

Three sets seem to be best for one exercise. A total of six sets for one muscle group might be all a muscle can handle. In most cases, this might even be too much or at least unnecessary - assuming, of course, that you achieve true contractile muscle failure. For this reason, it's easy to overdo it with the amount of work performed and limit your positive adaptations.

What about extending a set?

If muscle failure is the trigger for maximum muscle growth, then it's tempting to perform a set beyond the point of muscle failure. This means that if you reach muscle failure on an exercise, use a method such as descending sets or rest-pause that allows you to continue the set so that you can reach a second or even third muscle failure in the same set.

Would this cause even more muscle growth? Perhaps, but the trigger is reaching muscle failure and not accumulating more and more fatigue. So doing more work during a set doesn't seem to help stimulate more growth, but reaching muscle failure multiple times during a set could make that set more effective.

On the other hand, extended sets are much more demanding than regular sets. If you do something like this during every set during the training session, then you have a good chance of doing more harm than good.

Extended sets are very effective - but only if they are used in the last set of an exercise and not in every training session. And you certainly shouldn't use advanced sets to compensate for not reaching the point of muscle failure. It's much more important to work on your capacity to reach contractile muscle failure than to do more work on advanced sets.

Final reminders

Training heavy with the big basic multi-joint exercises is still important for anyone looking to build both strength and muscle mass. There is no doubt that exercises performed to muscle failure are a valuable extension of hypertrophy training. It is quite possible that optimal muscle growth is not possible without muscle failure. Remember, however, that if you include both types of training in your program, you should not perform them at the same time. They are separate tools that should be used to complement each other.

Use heat after intensive training!

Cold was the remedy of choice after training for over 30 years. Ball throwers and javelin throwers, for example, often placed ice packs on their shoulders after training or a competition.

A study led by Jerrold Petrofsky of Loma Linda University found that heat works slightly better than cold when it comes to reducing post-workout muscle soreness and performance decline. The scientists used ThermaCare heat or cold bandages after 15 minutes of knee flexion training. The four immediate treatment goals include:

  • Prevention of further damage
  • Reduction of spasms and pain
  • Reduction of bleeding
  • Promote healing

Ice reduces bleeding and inflammation, but it also reduces angiogenesis (the formation of new blood vessels) and the release of growth factors. Ice reduces pain and spasms after an injury, but it could delay healing and return to the field.

Using heat or cold after intense training is better than doing nothing, but heat works slightly better.
