Extremely low-volume training approaches have been around for decades. This type of training, where between 1 to 8 sets per muscle group are performed in workouts lasting less than 60 minutes (often even less than 45 minutes), is just as appealing to exercisers today as it was forty years ago.
Why is this method of training, which was not originally expected to have a shelf life beyond the 1970s, still so popular? Is it because it is so different from everything else? Is it because its advocates are such charismatic individuals? Or is it because this method actually produces results?
This article will look at the pros and cons of this training approach and provide you with the tools you need to make low-volume training work for you.
It works, but this isn't just related to volume
People always ask me if program XY will work. Let me tell you a secret: almost any program will work. I would even go so far as to say that any program will work, as long as it is not completely irrational. What makes a program irrational? An imbalance between stimulation and regeneration. Here are the main candidates:
Programs that don't provide enough stimulus on a systematic basis
The best example I can give you is what I call "dad and mom training". A man or woman decides to work out, but they never make any effort to work hard on each set, they never try to use more weight or perform more reps, and they never leave their comfort zone. This could also be called "social training" as these people obviously go to the gym to socialize and not to build muscle or strength. This is the extreme, but even people who don't spend their time at the gym gossiping with their friends or trying to pick up girls may not be working hard enough to force their bodies to grow.
Programs that provide adequate stimulus but too much recovery time
Rest is undoubtedly the most neglected key to muscle growth. For no reason is more effort wasted in the gym.
However, too much rest is just as bad as too little. The training session represents the stimulus. If that stimulus is strong enough, then it will force the body to adapt by becoming more muscular and stronger. I say "force" because the body doesn't really want to build extra muscle as it is a burden from a metabolic point of view.
If you have too much time between each session of the stimulus, the body will go through a process during which the gains from the previous training session are lost because the body sees them as unnecessary (the same type of demand does not occur on a systematic basis). You will therefore end up stimulating a small amount of muscle growth with one training session and losing all of it by your next training session.
A good example of this type of irrational training program is the program that Mike Mentzer recommended towards the end of his career, which involved training only every 10 to 14 days. Don't get me wrong, I respect Mentzer's early work, but his later training programs were just plain crazy.
Programs that provide adequate training stimulus but inadequate recovery time
Let's say that you can work hard and therefore are able to train intensely enough to force your body to adapt to the physical work you are making it do. And in addition to this, the training session was planned correctly. In theory, you should be able to make your body build muscle and strength on a regular basis.
However, in some cases this does not happen. All too often this is due to insufficient recovery time planned into the program. Muscle growth occurs primarily when you rest. No rest equals no growth! And you are making it too easy for yourself if you think that your chest will recover on the day you train your legs.
Training has both local and systemic effects. You cause injury to the muscles you have trained and activate the growth mechanism for that muscle. You have also depleted your glycogen stores. These are the local effects of training. However, a training session also leads to cortisol production (catabolic stress hormones) and the release of catecholamines, as well as exhaustion of the nervous system. These are the negative systemic effects of training.
If you don't allow yourself enough recovery time, the systemic effects could be permanent and lead to chronic fatigue, short-term overtraining or even adrenal exhaustion. All of this will obviously negate the muscle growth you may have stimulated with your training session.
Programs that provide excessive stimulation
Bodybuilding legend Lee Haney put it in a nutshell: "Stimulate your muscles, but don't destroy them". Excessive stimulation means that you are doing too much work or using too many advanced training techniques during a training session. As I've mentioned countless times in my articles, we often let the emotional aspect of training enslave us.
We want that muscular body so badly that we always feel like we're not doing enough in the gym. I once developed a program for a client who wanted to emphasize his chest. So I had him do a special program that trained the chest twice a week with four exercises per session. Believe it or not, I caught him doing seven chest exercises during each session - three more than I had prescribed.
Society has conditioned us to believe that the more we do, the more we get. Work longer and you get more money, study more and you get better grades, etc. Unfortunately, this doesn't work in the weight room because we are limited by our body's capacity to tolerate and recover from physical stress. Programs with too much volume or too many advanced training techniques may leave your muscles sore and shaky after training, but they may also be responsible for virtually no progress for years.
These types of programs represent the main categories of irrational training programs. As long as your training system does not fall into one of these categories and is based on trying to improve your performance in the gym, the program will work, not all programs will work equally well, but they should all produce results.
So a properly designed low volume program will also work. However, for such a program to work optimally, the quality or severity of the work performed must be high enough to prevent that program from falling into the "excessive recovery time" or "insufficient stimulation" category.
And now we come to the shocking truth about low-volume programs: despite their name, the reason they work is not the low volume itself. These programs work because the little you do is so damn hard - so hard that you simply can't do any more.
Without agonizingly hard work, reducing volume doesn't make much sense. The reduced volume is only there to allow the body to adapt to the super hard demands of the few sets being performed. You have to work so hard on each set that more sets would be counterproductive. That's the secret to effective low-volume training. If you use a low volume workout without the necessary increase in the amount of hard work per set, then you won't get results.
The keys to an effective low volume program
The keys to a successful program are pretty much the same regardless of your training philosophy:
The ratio of stimulation to recovery:
To stimulate maximum progress, you need to expose your body to a stimulus significant enough to force the body to adapt in a positive way (increase muscle mass, increase strength) without exceeding the body's capacity to tolerate stress in the process.
The amount of training stress can be increased by increasing volume, increasing training frequency, increasing training density by taking shorter rests between sets, moving heavier weights and working harder on each set.
When we talk about low volume training, we obviously cannot increase the training stress by increasing the training volume, as this contradicts the design of this system. Nor can we aim for a higher training density. Why? Because a higher training density (shorter rest intervals between sets) does not allow you enough recovery to give your all in the few sets you perform. Moving heavy weights can be incorporated into the process, as we'll see later.
However, the primary way to increase training stimulus during a low volume workout is to perform each of the few sets you do to near death! I'm not talking about training to muscle failure here... rather, muscle failure is where the set really begins!
The stress induced by each of these "death sets" is so high that you can't do many of these sets - 3 to 6 working sets for most muscle groups and up to 8 for the back, which has a more complex structure. This also means that you need your 'growth days'. To maximize muscle growth, you need at least two and preferably even three training-free days per week on non-consecutive days.
Progression:
If you want to force your body to continuously build muscle, then you need to progressively ask more of it. Otherwise, there will come a time when your body has fully adapted to the training stress and no longer needs to become more muscular and stronger. Low volume allows for two types of progression: either you move more weight (by gradually increasing the weight on the bar each week), or you increase the difficulty of each set.
Increasing the difficulty on a set means going to muscle failure...and beyond - in some cases way beyond. You can do this by using one or more of the following techniques when you reach the point of muscle failure:
Rest/Pause:
Once you reach the point of muscle failure, pause for 10 to 12 seconds and then resume the set, attempting to perform another 2 to 4 repetitions with the same weight and again reach a point of muscle failure.
Descending sets 50%:
Once you reach the point of muscle failure, reduce the weight by 50% and perform more repetitions until you reach muscle failure again.
Static hold:
Once you reach the point of muscle failure, take three 3 to 5 second pauses at different points in the range of motion of the exercise. A second version is to hold the weight at a point in the mid-range of motion or the point of maximum contraction for as long as possible.
Slow negative repetitions:
After you reach the point of muscle failure, a training partner helps you with the concentric portion of the movement and you then lower the weight as slowly as possible. Perform as many slow negative repetitions until you can no longer lower the weight in a controlled manner.
Partial repetitions:
These are not included in the table below, but can be used in the "steps beyond muscle failure with the same weight" category. Basically, when you reach the point of muscle failure, you perform partial repetitions in the stronger half of the range of motion.
The following table illustrates one possible way to combine these techniques:

You will have noticed that these methods are sorted according to their level of difficulty. So you can build progression into your program as you move from a level 2 set to a level 3 set. Here is an example:
Week 1-2: Level 2
Week 3-4: Level 3
Week 5-6: Level 4
Week 7-8: Level 5
Week 9: Unload Level 1 sets
Week 10-11: Level 6
Week 12-13: Level 7
etc.
Complete focus and determination
This type of training requires a mind of iron as much as a body of steel! You need to be able to endure excruciating pain, because that's where the average exerciser finishes their set, your set is just beginning. And since you only have very few sets to achieve what you want to achieve, you simply can't afford to lose focus on one set. "Yes, but I can do another sentence if I've had a bad sentence." No, you can't! A wasted set will only dig deeper into your recovery capacity, so extra work on top of this could slow down the rate of your progress.
This is why most people don't get any results from low volume training: they lack the mental strength and focus to get enough out of each set to achieve optimal growth stimulus with just a few sets.
If you like to talk and socialize in the gym, then this type of workout is not for you! "Yeah, but when the set is over, I can relax and talk to my buddies." No, you can't! Every set is like a 100 meter sprint final at the Olympics: it requires maximum concentration, maximum focus and maximum determination. Do you think sprinters make jokes and chat about their weekend right before a race? Of course not! They think about the race, they visualize the race, they spur themselves on and try to achieve the right mindset for optimal performance. That's exactly what you need to do too.
Maximum concentration is also important when performing the exercises. You should always try to perform every repetition as perfectly as possible. Even if the muscle is on fire and you feel like your tendons want to retire, you must perform each repetition as perfectly as possible.
A perfect repetition should include a controlled eccentric/lowering phase (but not necessarily slow... 2 to 3 seconds is fine), a good stretch of the target muscle in the bottom position, and an explosive (as fast as you can, because when fatigue sets in, you won't be able to move the weight quickly) concentric/lifting phase.
Control, stretch, explosion and deliberate contraction - on every damn single repetition
These are the three main elements that make or break your low-volume training. Yes, these factors are also important in other types of training systems. However, since you have very few sets available in a low-volume workout, these elements are even more important.
Training splits for low volume training
Low volume training uses all types of training frequencies. Low-volume training always includes at least 2 to 3 non-training days per week and often up to 4, but the frequency at which each muscle is trained can vary depending on the source.
For example, Arthur Jones' first low-volume system often used full-body training sessions performed three times a week. In this case, the volume per muscle group was super low ( 1 to 3 sets per muscle group) to accompany the very high training frequency.
The now popular by bodybuilding coach Dante Trudel (DoggCrap) usually has exercisers train each muscle group twice a week or twice every 10 days. For each muscle group and training session, 2 to 4 sets are performed.
Other low volume training advocates such as Dorian Yates, Trevor Smith (who weighed over 180 kilos and could perform multiple repetitions of incline bench presses at over 270 kilos), Marc Dugdale and Lee Labrada all preferred to train each muscle group once a week, performing 4 to 8 sets per muscle group.
Regardless of the frequency you use in a low volume workout, you should follow these two rules:
(a) Set aside at least 2 non-training days per week on non-consecutive days, with 3 being better and 4 being optimal for hardgainers. Growth occurs when you rest, not when you train.
b) Stick to a total of 4 to 8 sets per muscle group per week. If you decide to train each muscle group three times a week, then you should not do more than 1 to 3 sets per training session. If you train each muscle group twice a week, then you can perform 2 to 4 sets per training session and if you train each muscle group once a week, then you can perform 4 to 8 sets during that training session.

Exercise selection
I've often said that you can tell the difference between a useful trainer and a great trainer by the exercises they choose. The key is to choose the exercises that will deliver the greatest gains in a specific individual. What is optimal for me is not necessarily the best exercise choice for you.
Proper exercise selection depends on your body structure (limb length, shoulder and hip width), as well as your muscle dominance. Bench presses or dumbbell incline bench presses, for example, are excellent exercises to build chest in individuals who are either "chest dominant" (chest is proportionally stronger than shoulders and triceps) or have balanced development of all pressing muscles. However, if someone is "shoulder dominant", these exercises may not be the best choice.
There is nothing as simple as saying that multi-joint exercises are superior to isolation exercises. In many cases this is true, but in other cases a correct selection of isolation exercises may be superior to multi-joint exercises.
Exercise selection is even more critical in low-volume training because you need to use a low number of exercises - 2 to 3 per muscle group. There is simply no room for sub-optimal exercises.
While the full exercise selection of your body type and muscle dominance is outside the focus of this article and requires its own series of articles, I want you to keep the following basic rules in mind when it comes to exercise selection for a low-volume training program:
- For a dominant muscle (a muscle that responds well to training), I recommend using only basic exercises: the exercises where you can use the most weight for the target muscle group.
- For an "average" muscle (a muscle that neither responds super fast to training nor is particularly stubborn), I recommend two basic exercises followed by an isolation exercise.
- For a stubborn muscle, I recommend a pre-fatigue approach: start with an isolation exercise and then perform either a basic exercise plus an isolation exercise or two basic exercises. The key is to start with an isolation exercise.
Pre-fatigue is a technique that I only recommend for a stubborn muscle group. This technique is effective because by isolating a muscle you "prime" it (both neurologically and physiologically) so that it is more easily recruited during the following basic exercises. The local pump from the isolation exercise allows you to feel that muscle better during the basic exercises (increased feedback), allowing you to build a better mind-muscle connection with that stubborn muscle.
Here are some examples of possible exercise choices. It should be noted that this is not a complete, all-inclusive list. You have my permission to choose other exercises as well.
Chest exercise selection
If you are chest muscle dominant or have a balanced strength ratio:

If you are shoulder dominant:

Pause intervals
Even if the work volume is low, each set is extremely demanding. For this reason, you need to rest for a relatively long time between sets. If you don't, your performance will decline and as a result the training stimulus will suffer.
You need to start each set rested enough to be able to put in the inhuman effort required for this style of training. At least 2 to 3 minutes are required between upper body exercises and at least 4 to 5 minutes between exercises for the legs. During this time you should not sit and pick your nose or chat about the weekend. You should reflect on the previous set (did you give it everything you had?) and prepare for the next set.
It's not just a resting phase, it's a mental preparation phase. In fact, it could be the most important part of your training session.
Conclusion
Any rational training program will work as long as progression, effort and discipline are part of the equation. A properly planned low-volume program is no exception. Low volume is not necessarily the best way to train and it is not for everyone. However, when used correctly, it can yield dramatic results.
It can also be used as part of a larger scheme: alternating phases of low volume, high volume and max weights, with each phase lasting 4 to 6 weeks, is a very good way to train and make continuous progress. Supplements such as Evil Narcotica in particular can boost your performance.
But remember: to make this program work, you need to compensate for the low volume with superior effort. Every single one of these few sets must be a true test of your willpower.

I like to make things as easy as possible. When my clients start a training session, I usually have a set number of repetitions I want them to do with a given weight. I use many different approaches to help them achieve the chosen number of reps, but in the end it doesn't really matter how they achieve the goal as long as they achieve it.
Three of the most effective set/repetition ranges I've ever used for building muscle mass and strength are four sets of six reps (4x6), 5x5 and 8x3.
These parameters have two things in common:
- The total number of reps is basically the same.
- The load is basically the same.
It is obvious that the mentioned combinations of sets and repetitions represent an ideal range for many. There is no need to debate whether 6x4 is better than 8x3 as both methods deliver the same effect. In fact, virtually everyone I've worked with has had excellent results with around 25 reps combined with a heavy weight.
So it only makes sense to develop a training plan based on these parameters. The good news is that this is super easy. Here's how it works:
- Choose an exercise with a heavy weight (a weight with which you can perform 4 to 6 repetitions before you reach the point of muscle failure).
- Perform a set as quickly as possible and finish the set as soon as the repetition speed decreases.
- Pause for 60 seconds.
- Repeat step 2 until you have reached 25 repetitions.
It really is that simple!
The 25 method can be used in a number of ways. You can use it for strength or hypertrophy. Here are two different programs that use this principle for each of the two training goals mentioned.
25 for strength
When training for maximum strength, I like to limit the total number of exercises to three. All three exercises are multi-joint exercises and each training session includes a push exercise, a pull exercise and a hip or quadriceps dominant exercise. Here's an excellent plan to increase your total body strength. (Remember to do 25 repetitions of each exercise, using whatever set/repetition scheme suits you best).
Day 1
- Power reps
- Dumbbell bench press
- Rowing seated on cable
Day 2 (48 hours later)
- Squats with the barbell overhead
- Dips
- Pull-ups
Day 3 (48 hours later)
- Snatch
- Barbell bench press on the reverse incline bench
- Pull-ups with wide grip
25 for hypertrophy
If total body hypertrophy is the goal, I would add a few exercises to train the muscle groups that most bodybuilders want to develop. As with the strength plan, each training session trains a pushing exercise, a pulling exercise and a hip or quadriceps dominant exercise. In addition to this, I use a few supplemental exercises. Below you can see an excellent hypertrophy plan. Again, remember to aim for 25 total repetitions per exercise.
Day 1
- Pull-ups
- Dips
- Deadlift
- Standing calf raises (pause 30 seconds between sets)
Day 2 (48 hours later)
- Front squats
- Bench press
- Rowing
- Reverse curls (pause 30 seconds between sets)
- Overhead tricep presses (pause 30 seconds between sets)
Day 3 (48 hours later)
- Squats
- Incline bench press
- Pull-ups with wide grip
- Prone tricep presses/skull crusher (pause 30 seconds between sets)
- Seated calf raises (pause for 30 seconds between sets)
Conclusion
Try these workouts for three weeks and I'm sure you'll become more muscular and stronger. Feel free to experiment with the 25 method because it works fantastically!

No, I'm not kidding!
You can build significantly bigger arms in just 31 days!
How much bigger?
Well, that depends on a lot of factors. You weren't able to choose your parents, so you have to live with your genetic predispositions. You may have good muscle building potential, or you may have average (or even below average) potential like the rest of us.
If you've been training for a while and you're the proverbial "easy gainer" who has good genetics, then you probably won't be reading this article. If you're an easy gainer, then pretty much anything will work for you when it comes to building bigger muscles (I've always hated those guys).
If you're like the rest of us, you've had to sweat blood and water for every gram of muscle you've built. Don't feel bad about it, you're not alone!
But back to my original question: how much can you increase the size of your upper arms in 31 days?
If you follow the right arm specialization program and do everything else right (nutrition, recovery, supplements, etc.), then I think it can be possible for a person with an average genetic predisposition to gain 2.5 centimeters in arm circumference.
Can I guarantee that?
No, it could be more, but it could also be less. But even 1 centimeter more arm circumference can be quite an impressive change in your body.
How do we start?
First, if you're following any kind of specialization program, you need to reduce the volume and frequency of training for the rest of your body. While you're focusing on your arms, you just want to maintain the rest of your muscle mass. We will be pushing your recovery ability hard with more frequent training for the arms combined with increased volume and intensity, so you need to somehow maintain that critical balance in terms of your recovery ability.
Here is a basic training program to follow during the 31 days (this program does not include arm training. We'll cover that in more detail in a moment):

The first thing most people will think is that this program is quite basic and simple. This is absolutely true! As I mentioned earlier, we are simply trying to maintain our body development while focusing on arm development.
If you've been training at a significantly higher volume for some time and your gains have stagnated, then you may well even see strength or mass gains in one muscle group or another.
That's great! It's probably a sign that you've been overtraining and not giving your body enough recovery time to make gains. This shortened program will also give your body a chance to recover and overcompensate, causing muscle growth.
A few notes on the above program:
- Don't go to absolute muscle failure on every set. Your last repetition should be quite hard, but not lead to muscle failure. You should be physically able to perform one more repetition if you go to muscle failure.
- Use the same weight for all sets of an exercise. Let's take squats as an example. If you can do 12 reps on all 3 sets, then it's time to increase the weight. If you can do 12 repetitions on the first set, 10 repetitions on the second set and 8 repetitions on the third set, then stick with the same weight for the next training session.
- If you notice that your strength increases during the 31 day arm specialization program with these exercises, then definitely increase the weight.
- Rest only 90 to 120 seconds between sets
Arm Specialization
Now comes the fun part. We're going to start your new 31 day arm training program.
You will train your arms three days a week. I would recommend Monday, Wednesday and Friday.
On Monday you will train your arms following the full body workout described above.
Here is your plan of attack for Monday:

A few guidelines:
- The seated dumbbell press is performed with a dumbbell that you hold with both hands on one side and the plate and lower behind your head while your elbows continue to point towards the ceiling.
- Depending on what you prefer, the standing dumbbell curls can either be performed alternately or both dumbbells can be moved upwards at the same time. Personally, I prefer to do them alternately as I feel I can concentrate better on the muscle I am working and direct more contractile force to it.
- These two exercises are performed as a superset. First perform a set of standing dumbbell curls and then immediately follow this with a set of seated dumbbell presses. This is counted as a superset.
- Never perform less than 12 repetitions of these exercises. If you need to reduce the weight on the last sets to reach 12 reps, then do so.
- Don't go to absolute muscle failure on every set. Your last repetition should be quite heavy, but not lead to muscle failure. You should be physically able to perform one more repetition if you were to go to muscle failure.
- Rest only 45 to 60 seconds between each superset.

Some guidelines:
- This is your "heavy" day. Try to use as much weight as possible while still maintaining good exercise execution form. It's okay to fudge a little on the last repetition.
- The rests between sets will be longer than during Monday's training session. Rest as long as necessary to build up your strength so that you can give it your all in the next set.
- Every Wednesday, try to use a little more weight than you used in the previous week's training session

Some guidelines:
- For the Scott curls, you can use a barbell or dumbbells depending on your personal preference.
- These sets are all performed to temporary muscle failure. In other words, this means that you continue until you are no longer physically able to complete a repetition with good form.
- Rest only 90 seconds between sets.
- On Friday, do your arm workout before the rest of your body workout.
Nutrition
I've said it before and I'll say it again. You will never make any significant gains unless you eat plenty of high quality food with an emphasis on protein...preferably 4.5 grams of complete protein per kilogram of body weight.
What is a complete protein? A complete protein is a protein source that contains all the essential amino acids your body needs to support growth. These sources are: red meat, poultry, fish, eggs and dairy products. Other foods such as beans and nuts also contain protein, but these are not complete proteins. These proteins do not contain all the essential amino acids - or only small amounts of certain essential amino acids - needed to support growth, so you should not rely on these protein sources to meet your protein needs. Just eat plenty of whole foods and try to avoid sugary junk food - although a little here and there won't hurt.
If you're following a specialization program and trying to build as much arm circumference as possible in 31 days, then I wouldn't worry if this comes with gaining a few pounds of fat. It's almost impossible to build significant muscle mass without some fat gain.
Below you will find an example of the type of diet you should follow to build some good muscle mass. Diet is very important. Both myself and my clients couldn't build muscle mass until we started eating a very large amount of protein. It makes a big difference. I don't expect you to jump right in and eat all of this on the first day. I want you to eat progressively (just like you train progressively) and try to eat a little more each week.
You don't necessarily have to use protein powder. You can just drink milk or use milk powder. A protein drink can be mixed with milk powder instead of commercially available protein powder.
Breakfast
- 250 grams of meat
- 3 eggs
- 2 slices of wheat toast
- Milk or protein shake
Snack
- 250 gram cottage cheese
- fruit
- Milk or protein shake
Lunch
- Tuna sandwich (180 grams of tuna)

This type of diet is also very convenient as most of these foods can be prepared at home and taken to work in a food storage container.
I have learned a secret that many successful bodybuilders know and use - a positive nitrogen balance for muscle growth. A positive nitrogen balance means that there is always complete protein (protein is the only nutrient that contains nitrogen) in the bloodstream for growth and repair. The secret is to never let more than three hours go by without consuming high quality, complete protein. Consistently sipping a protein shake throughout the day should accomplish this.
Conclusion
I'm sure that if you follow this program and strive to continually increase your training weights while eating plenty of good food, you can't help but make gains.

I know that many women are interested in what role testosterone plays in their training. With more and more women participating in sports such as Olympic weightlifting and powerlifting, more and more women are interested in how these activities affect them hormonally.
We hear a lot about testosterone in relation to men, but in this article I want to look at the role that testosterone plays in female athletes. In particular, I'll outline how resistance training affects the female body and what the best exercises are for optimizing your testosterone levels.
Untrained women and resistance training
A study published in the European Journal of Applied Physiology investigated the hormonal adaptations to acute resistance training and whether these training adaptations can be observed within an eight-week period in untrained men and women. For our purposes, we will focus primarily on the women who participated in this study.
The protocol for this study included a one-week preconditioning orientation phase, which was followed by eight weeks of heavy resistance training. The study participants performed three leg exercises for the quadriceps femoris muscle group. These exercises were squats, leg presses and leg extensions. These exercises were performed twice a week and every other Wednesday was used for a maximum strength test.
Blood samples were taken during the first week of training before training, immediately after training and five minutes after training to determine the testosterone concentrations in the blood. Further blood samples were taken after 6 and 8 weeks of training.
The results showed an increase in testosterone concentration before training in both men and women after 6 and 8 weeks of training. This shows that an untrained individual can experience endocrine adaptations during the early phase of a resistance training program.
Endocrine adaptations are similar to muscular adaptations to training. An example of this would be the subtle increase in testosterone levels over the course of a resistance training program, which may help mediate the changes in protein synthesis that lead to increased muscle fiber size (this will become important later).
Resistance training and testosterone in women
According to a paper in the Journal of Sports Medicine, testosterone is important for the desired adaptations to resistance training. Testosterone is considered one of the most important promoters of muscle growth and subsequent increases in muscle strength...at least in men.
As we know, the acute endocrine response to heavy resistance training in men generally involves an increased release of various anabolic hormones. Studies conducted with women regarding the testosterone response are equivocal. Both an increase in testosterone levels and no changes in response to heavy resistance training have been observed. What can be said about testosterone for both men and women is that testosterone is an important regulator of muscle mass and that acute increases in testosterone levels can be induced by resistance training.
For women, the key word is "can". Many factors, which include the training program itself, age and exercise efficiency, influence how women respond to resistance training. In terms of the training program, the variables must be chosen so that the training session includes high volume and high metabolic demands to induce an acute testosterone response.
How women should train for higher testosterone levels
Any strength cycle that lasts longer than 8 weeks appears to be the precursor to endocrine adaptations that result in increased testosterone levels. You may start with lower testosterone levels, but as your strength cycle progresses, you should experience increases in testosterone levels during the second and third phases.
When I say increases, I mean increases in free testosterone levels at rest and after training. The catch, of course, is that you have to plan and execute this type of program correctly. Performing too much metabolic conditioning training or too many HIIT workouts can cause problems and actually lower your testosterone levels, as well as the levels of other metabolic hormones.
Strength exercises to increase testosterone levels
- Squats - Squats use several large muscles simultaneously. Any squat variation including front squats and back squats will increase your testosterone levels.
- Leg presses and leg extensions - If you use machines as part of your training plan, leg presses and leg extensions are exercises that work your larger leg muscles, which can increase your testosterone levels.
- Deadlifts - Deadlifts are another multi-joint exercise that work the larger muscles of the lower body.
- Olympic weightlifting exercises - In general, Olympic weightlifting, when performed correctly, will increase your testosterone levels and decrease your cortisol levels. Everything associated with these exercises, including supportive workouts like complexes, will help you do this. However, it's important to perform complexes correctly and know that they are not only designed to improve conditioning, but also train strength in every aspect of the movement.
Your best chance for increasing testosterone levels includes:
- Moderate weight, moderate reps and a moderate number of sets during the training phases.
- One week of testing after each phase of your workout.
- One unloading week at the end of each cycle.
- The inclusion of strength-only training days without metabolic conditioning or HIIT in your training plan.
Plyometric exercises to increase testosterone levels
Plyometric exercises can also increase your testosterone levels. When performing plyometric training, it is best to combine upper body resistance training with lower body plyometric training.
The general purpose of plyometric training is to increase the speed of movement by utilizing both the natural elastic component of muscles and tendons, as well as the stretch reflex. Basically, you are using elastic energy and motor recruitment schemes. We could write a whole book on plyometric training, but for our purposes it's enough to know that exercises like box jumps can increase your levels of testosterone and metabolic hormones.
Conclusion
The best thing you can do to increase your testosterone levels is to perform a mix of cardio, high-intensity interval training and resistance training. For women, proper planning of the training program is the key to finding the best hormonal balance and response. A poorly planned exercise program can hinder the hormonal response in the female body.

In 2003, the Anti-Bodybuilding Hypertrophy Program was voted Training Program of the Year due to the vast amount of positive feedback we received. So many exercisers had tried the program and recommended it to others that we were soon inundated with requests for a sequel. This article, which describes what you can do once you've completed the original program, is the answer.
The first outlaw from Arizona
Until the late 19th century, Southern Arizona was primarily inhabited by rebels like Geronimo, Nachez and Vicotorio. Most white men who dared to enter this lawless land did not live long enough to tell about it. But one man ignored these dangers.
Edward Lawrence Schieffelin was a tall cowboy with a bronze-colored face, long hair and clear blue eyes. He came to the San Pedro Valley in 1877 in search of rich ore deposits. During his search for this highly lucrative rock, a soldier approached Schieffelin.
"If you keep hanging around out here with the Apaches, the only rock you'll find will be your tombstone," said the soldier.
Schieffelin was undeterred and found his "stone" - a rich vein of silver. Thus the town of Tombstone was born.
The other outlaw from Arizona
In 1999, another outlaw came to Arizona. He wasn't looking for silver, just a better way to increase strength and muscle mass. It seemed to him that pretty much every training program out there consisted of 3 to 4 sets of 8 to 12 reps. This set and repetition scheme seemed to be the Holy Grail for those looking for optimal hypertrophy.
But this outlaw found a better way and his name was Chad Waterbury.
Anti-Bodybuilding Hypertrophy
I admire Mr. Shieffelin for entering this forbidden territory back then. I faced similar resistance when I published my Anti Bodybuilding Hypertrophy program in 2003. I didn't risk being scalped, of course - at least not literally - but people in the fitness industry told me that this program was too different and too "lawless" to work.
A few naysayers started a shootout with me. They held on to their old ideas about exercise while I fired away with my new one. When the smoke cleared, the Clantons and McLaurys lay bleeding on the floor. If I was Wyatt Earp in this showdown of training methodologies, then my readers trying out this program were my Doc Holliday. Fortunately, I had thousands of Doc Hollidays supporting me.
The new era
It's been some time since the Anti Bodybuilding Hypertrophy Program was released and the positive feedback has been staggering. I knew this was my best program at the time and my clients were building massive amounts of muscle mass and strength with the original plan.
A few months after releasing the program, I developed a follow-up program. I knew it could be as good as the original, but I patiently waited for a better answer. I didn't want to develop a follow-up program that was as good as the original - I wanted to develop a program that was even better!
Thanks to all the exercisers around the world who shared their experiences with the original program with me, I am now ready to release a follow-up program with the power of Doc Holliday's sawed-off shotgun.
Basically, a performance increase can be achieved with boosters such as GodMode or The Evil Narcotica.
Overview of the original program
Let me first address some of the issues with the original plan. Once you have completed the first 23 days of the original program, do the following:
- Swap the plane of movement in the strength training method. In other words, perform 5 sets of 10 repetitions of horizontal push/pull on day 1. Use the same 60 second rest intervals as originally described and use antagonistic training (i.e. alternate back and forth between pushing and pulling exercises).
- The lower body exercises should be swapped in the same way. For example, on day 3, perform 10 sets of 3 to 5 repetitions of the same mammoth set sequence (e.g. front squats, pause, hanging pikes (https://www.youtube.com/watch?v=DJFQUoo6QCk), pause, standing calf raises, pause, etc.).
- Use this program for the other 23 days.
Anti-Bodybuilding Hypertrophy II
After 46 days of toil that would make Ed Schieffelin proud, it's time to mix things up! The sequel will be based on similar principles, but will include a few changes. Here are the parameters:
Day 1
- Total number of sets per muscle group: 6
- Exercises per muscle group: 2
- Plane of movement: Horizontal upper body
- Repetitions per set: 5
- Load: 7RM (maximum weight for 7 repetitions)
- Rest: 60 seconds between sets
- Press exercises: Dumbbell flat bench press and barbell bench press on a reverse incline bench at 20 to 30 degrees
- Pulling exercises: Seated cable rowing and barbell rowing bent over with an underhand grip (palms facing up). If seated cable rowing is not an option, you can also perform dumbbell rows on a 30 degree incline bench.
Note: Perform all sets for a given exercise in succession. In other words, perform 3 sets of dumbbell flat bench presses with 60 second rest intervals, followed by 3 sets of barbell bench presses on the reverse incline bench with 60 second rest intervals before moving on to the pulling exercises.
Day 2
No training with weights. Perform 15 to 20 minutes of moderate-intensity aerobic exercise (walking on an incline treadmill, jogging, HIIT, etc.).
Day 3
- Total number of sets per muscle group: 4
- Exercises per muscle group: 1
- Plane of movement: Lower body hip dominant
- Repetitions per set: 12
- Load: 15RM
- Rest: 60 seconds between mammoth sets
- Exercises: partial reps barbell deadlifts*, standing cable crunches**, calf raises on the leg press***
* Performed with a barbell, lowering the bar only to the height of the upper shins.
** You can also use traditional sit-ups with a dumbbell held in front of your chest for extra resistance.
*** If no leg press is available, you can also perform calf raises standing on the edge of a block or step.
Note: Perform all exercises as a mammoth set in the form of a circuit. For example, perform partial deadlifts, pause for 60 seconds, perform cable crunches, pause for 60 seconds, perform calf raises on the leg press, pause for 60 seconds. Then repeat this exercise sequence three more times.
Day 4
No training with weights. Do 15 to 20 minutes of aerobic exercise at medium intensity.
Day 5
- Total number of sets per muscle group: 6
- Exercises per muscle group: 2
- Plane of movement: Vertical, upper body
- Repetitions per set: 12
- Load: 15RM
- Rest: 75 seconds between mammoth sets
- Press exercises: Dumbbell standing shoulder presses and dips
- Pulling exercises: Pull-ups and upright rows
Note: Perform all exercises as a mammoth set in the form of a circuit. Do the following: Dumbbell shoulder press standing, 75 seconds rest, pull-ups, 75 seconds rest, dips, 75 seconds rest, rowing upright, 75 seconds rest. Then repeat this exercise sequence twice more.
Day 6
No training with weights. Perform 15 to 20 minutes of aerobic exercise at medium intensity.
Day 7
- Total number of sets per muscle group: 6
- Exercises per muscle group: 1
- Plane of movement: lower body, quadriceps dominant
- Repetitions per set: 5
- Load: 7RM
- Rest: 60 seconds between sets
- Exercises: Squats through full range of motion* Standing cable crunches**, donkey calf raises***
* Use a high bar position (upper trapezius) and place the heels elevated on two weight plates. Perform the exercise through the full range of motion.
** You can also use traditional sit-ups with a dumbbell held in front of the chest for added resistance.
*** If a donkey calf raise machine is not available, you can also perform seated calf raises.
Note: As described in Day 1, perform all sets of an exercise in succession before moving on to the next exercise.
Day 8
No training and no aerobic training
Day 9
Repeat the sequence for two more weeks. At the end of the program, swap the movement planes in the strength training methods as described in the original Anti-Bodybuilding Hypertrophy Program.
Conclusion
We are about to enter a new era of strength training. I hope you find this sequel as exciting as I do.
