Tips of the week deadlift challenge

Replace one of your training sessions per week with this deadlift challenge. Simply load the bar with 145 kilos and see if you can do 60 repetitions within 30 minutes.

There are two strategies you can use here:

  1. Do two reps every full minute
  2. Perform one repetition every 30 seconds

If you have the right equipment available, I would recommend dropping the bar at the highest position of each repetition to reduce muscle soreness the next day. It should go without saying that you should maintain good posture. The benefit of this challenge is that your technique will improve over time and your work capacity will increase.

This challenge was developed by Gary John, a 61 year old thrower. He can do 60 repetitions with 150 kilos on the bar. Adjust the weight to your needs. Use a trap bar or a straight bar and a sumo stand or a conventional stand. Whatever you choose, it's going to be brutal.

Face pulls(https://www.youtube.com/watch?v=KC8mlDOYJ2I) are one of the most versatile training tools in your arsenal for correcting poor shoulder and chest posture. This exercise provides the exact opposite movements that we continuously perform on a daily basis - namely sitting bent over and looking at the computer, our phone and our TV.

This exercise involves horizontal abduction of the upper arm and external rotation of the shoulder and retraction of the shoulder blades - all of which help to reduce the effects of the forward bent, continuously adducted, inwardly rotated and protracted posture. If you're hunched over a cell phone or computer reading this, that's exactly the position we're talking about.

Don't be fooled into thinking that face pulls are just another fancy corrective exercise. Sure, it can be incorporated well into any successful dynamic warm-up or used as an activation technique to prepare the shoulders and rotator cuff, but you can also use this movement pattern with heavier weights for results-producing training effects.

If you use heavier weights, then the externally rotated position of the shoulder will be lost for the most part due to the load, but that's okay. Pull back hard, hitting the muscles of your posterior shoulder girdle in the strength and hypertrophy range. When it comes to increasing metabolic stress, extremely high repetition ranges with increasing tension will set your shoulder muscles on fire.

Use caffeine before your training sessions for fat loss

Caffeine promotes lipolysis (another word for fat burning) and inhibits glycolysis (carbohydrate burning). Type "caffeine" into PubMed and you'll get nearly 30,000 results and a consistent trend in the field of research is an increase in the amount of free fatty acids in the bloodstream, suggesting that fat is being broken down.

But now that the fat is shed, it's up to you to make sure it's burned. This is where exercise comes into play. It's a good idea to always have some caffeine before your workout as this makes physiological and biochemical sense. Not only will this most likely aid lipolysis, but it will also indirectly help with fat burning as you will be more energized and therefore ultimately do more work.

On a side note, there is evidence that yohimbine does pretty much the same thing, albeit via a slightly different mechanism. Therefore, a combined intake of caffeine and yohimbine before exercise can deliver a double whammy for fat burning.

How it works

Perform a long set to muscle failure and let the weight stretch the muscle for 30 seconds while trying not to cry. Stretching during the set is not only one of the best ways to improve mobility under load, but it's also damn effective when it comes to stimulating hypertrophy through metabolic stress. Techniques for stretching during sets can easily be incorporated into your training. Here's an example:

After performing a set to muscle failure in an ultra-high repetition range, simply let the weight stretch you passively for about 30 seconds or as long as you can tolerate the pain. Aggressively stretching a fully inflated muscle is the perfect mechanism for muscle growth. You increase overall muscle tension while maximizing the swelling response for maximum muscle damage.

The key is to perform your set to absolute mechanical muscle failure - meaning you can't perform another repetition even with maximum effort - before letting the weight stretch your muscles. When it comes time to hold that stretch, you better be ready for some mental warfare.

Be careful not to compensate for your joint positioning during the stretching phase and put your body at increased risk of injury. You will feel some pain here, but don't change your position - which is especially true under load. Use clean form and good technique.

Perform this 5-minute pull-up training session twice a week

Set a timer for 5 minutes and do as many pull-ups as you can

Pull-ups are the ultimate test. They'll quickly tell you if your upper body is weak or if you're too fat - something the lat pull-up machine can't do. Are you bad at pull-ups? That's a wake-up call you should respond to. Here's one way to do it.

Do this workout twice a week on non-consecutive days:

  1. Set a timer for 5 minutes
  2. Perform as many pull-ups with different variations but strict form as you can within this time window. Pause if necessary, but remember that the clock is ticking.
  3. Write down the number of repetitions you manage - and try to beat this number in the next training session.

Guidelines and tips

  • Start your 5-minute training session with the pull-up variation that you are weakest at. For most people, these are pull-ups with a wide overhand grip - your palms facing away from you. When you start to get tired, move your hands closer together. As soon as you become exhausted in this position too, switch to an underhand grip - your palms facing towards you. Finish the set with a neutral grip - your palms facing each other - which is the strongest position for most exercisers.
  • Do not go to muscle failure during the first 4 minutes. Do 7 to 8 pull-ups in a row when you can normally do 10 in a set.
  • By the 4 minute mark you may be doing single reps. That's #completelyokay. Pause, do one repetition, pause again, do another repetition, etc.
  • Do not use grip aids. Chalk is fine.
  • Don't forget to write down your total number of repetitions during the 5 minutes. Do this workout again a few days later and try to beat that number. If you can do 40 reps, try to do 45 next time.
  • If you're damn good at pull-ups, use a belt with extra weights, a weight vest or a dumbbell held between your feet.
  • Don't be surprised if you have sore abs the next day.

Train from different angles to build big shoulder muscles

The big basic exercises are essential, but isolation and time under tension are also crucial for shoulder mass

Perform this side lift complex

This medley isolates and destroys your shoulder muscles. It hits them from different angles, which is important for full development. Four different variations are used, all performed back-to-back without rest to increase time under tension. Perform 3 sets with 90 seconds rest between sets.

  1. Front raise from parallel to the floor to overhead: 4 to 6 repetitions
  2. Side raises: 4 to 6 repetitions
  3. "Y" side raise with thumbs pointing upwards(https://www.youtube.com/watch?v=ET0O8y1aIrs): 4 to 6 repetitions
  4. Front raise starting at the side of the body, upwards and inwards: 4 to 6 repetitions

But what about the heavy basic exercises?

Sure, if you increase your weight by 50 kilos on the heavy basic exercises, you will definitely have more muscle mass. But this is not necessarily the fastest way - especially when it comes to muscles like the shoulders.

The shoulders are fragile. The shoulder joint is the most unstable joint in the whole body and is also very complex. There are more than 10 muscles that directly influence the way the shoulders move and this joint can move in pretty much any direction.

It is therefore very easy to develop imbalances and annoying, persistent shoulder pain. The problem with relying solely on the basic heavy exercises is that you have a much greater chance of developing strength imbalances that will affect your performance and ultimately your mass gain.

In addition, many strong muscles support the shoulder muscles. So it can be difficult to fully stimulate the shoulder muscles with just the basic exercises. Sure, the shoulders will take some load, but other muscles can contribute disproportionately to the movement and grow faster - and as they grow faster than the shoulders, the shoulders become disproportionately weaker and it becomes harder to engage them - the body will use the stronger muscles to get the job done. Injuries are then more likely.

This is the reason I like to use time under tension as well as multiple angles to develop the shoulders. I use as many angles as possible when I train the shoulders directly. Not only does this make the shoulders more functional and less prone to injury, but it will also maximize muscle mass.

Never sacrifice muscle

Even though fat loss is a priority, you should do your best to minimize catabolism (muscle loss). Why? Because muscles look good and because they are metabolically expensive. Why would you want to destroy something that burns calories and makes your body look harder and more toned? And if you think your legs (or any other area) are too bulky, then the worst thing you can do is atrophy them.

Don't go so crazy trying to lose weight or shrink certain parts of your body that you make yourself weak, skinny, flabby and metabolically inefficient. This is exactly what happens when your muscles go to waste. Train with the goal of building muscle with weights - not with the goal of losing fat. Fat loss will come easily and inevitably if you fanatically try to build muscle and make that muscle visible.

Four muscle building tools:

Speed strength

If you always move your weights in a slow and controlled manner, then you should look for opportunities to add more power exercises to your training. Make explosive movements essential. Try Olympic weightlifting exercises, kettlebell swings, depth jumps and anything else that forces you to use all the speed you have at your disposal.

Time under tension

If the way you train is always a variation of a power exercise, increase the time under tension by slowing down the eccentric (negative phase) of the movement and controlling the weight. Try back-off sets, partial repetitions and descending sets when you have exhausted yourself with full range of motion movements. Being able to move a heavy weight for one or two repetitions will not automatically give you huge muscle mass. You have to earn it with increased time under tension.

Strength

If you're obsessed with feeling a muscle burn and ache over countless repetitions that prevent you from increasing the weight, then you need to reprioritize. Strength is essential. Reach a new maximum weight. Test yourself and set new records. Take the time to leave your comfort zone with high weights and low repetitions.

Isolation

Focus on muscle groups that will improve the appearance of your body: Shoulder muscles, latissimus and gluteus are key areas for women. Other areas will automatically become strong and attractive through the big basic exercises. Through isolation, however, you can achieve even curvier curves where you want them.

Perform a kettlebell workout

Improve your fitness with just a kettlebell and your body weight

This small workout covers all the basic human movements. You only need one kettlebell and can customize the workout for everyone with reps, sets and load. Don't be fooled by the simplicity:

  • 15 kettlebell swings
  • 5 goblet squats
  • 3 push-ups (any variation)

Test this program first by doing 5 reps without resting between exercises. Work your way up to 20 rounds. 20 rounds equals 300 swings, 100 squats and 60 push-ups. That's a respectable workout.

To make it harder, first increase the number of push-ups and then use a heavier kettlebell. This is a great workout for anywhere, anytime and for any purpose.

The truth about eggs

Q: Are whole eggs okay or should I stick with the whites?

A: Only dorks eat egg whites. You see those diets in the muscle magazines that always list egg whites and oatmeal as ingredients for breakfast. Well, if you eat four Sustanon between meals and 17 Anapolon per hour, then you can eat anything you want!

A man who trains naturally needs whole eggs. What about the health concerns you keep reading about. Well, the studies that showed that eggs raise cholesterol were funded by the cereal manufacturers. And at the time, no distinction was made between the different types of cholesterol, which is why the studies are not conclusive. Eggs can raise cholesterol levels - levels of the good HDL cholesterol.

Another stupid "advanced" exercise

Q: Have you seen any new stupid exercises being promoted in the weight training community?

A: A consistent problem I've observed with strength coach friends is that they are so obsessed with being original that they come up with the dumbest exercises. One of the dumbest "innovations" I've seen are seated good mornings, where the exerciser holds the bar in front of their body while performing the exercise.

But this "innovative" trainer has decided that the bar should be held in front of the body. Here's the full story: recently, a very qualified colleague of mine - a former Mr. Universe and a trainer with over 20 years of experience - developed a lower back rehab program. This involved the client doing seated Good Mornings to strengthen his back. This was an excellent exercise choice as it allowed the exerciser to build up the back extensors without putting too much strain on the structures of the spine.

My colleague had to leave his studio for a week to attend a seminar in Scottsdale, Arizona. He asked one of his employees to show the client this program. Unfortunately, this moronic employee wanted to show off to the client and said that it would be better to do Good Mornings seated with the bar in front of the collarbones because it was "safer" for the shoulders.

What kind of idiot could come up with such an idea? Someone with a very poor understanding of the biomechanics of the body.

This approach raises many questions. What about the effects of the force of the sword when the torso is parallel to the ground? What kind of stress occurs in the rhomboid muscles and rotator cuff area as the exerciser struggles to hold the bar in front of his shoulder blades?

My colleague's blood pressure went into the red zone when he told this story to a few colleagues over dinner. I laughed so loudly that I had to press my hand on my spleen to stop it from rupturing. All the colleagues present at this dinner recommended to our friend that he should fire his colleague as soon as he got home.

Some of these coaches really think they are on to something. They act as if they have discovered a new planet that should be named after them. Folks, eccentric training and fat-bar training were described back in 1908. I have a fairly extensive library on weight training in several languages and frankly, there's not much new under the sun in this area.

The truth about bar speed

Q: I recently read that you should finish a set when the speed of the bar decreases. Is that true?

A: Statements like that annoy me - they're just stupid.

Name me one athlete who has set a world record this way. Go to any international training camp and see how the Bulgarians, the Turks or the Ukrainians train. Watch them train sets of 3 repetitions of squats. Their spleen shoots out of their left eye on the last repetition. Does the bar move slowly? Yes, it does. Do they intend to move the bar quickly? Most definitely. Intention and speed are not the same thing.

Go back in time and implement this stupid idea in all the power rooms of the world. Do you know what you would see today? A world record bench press of 65 kilos.

Stress reduction for real men

Q: Everyone talks about reducing stress to stay healthy. Do you have any practical tips on how to really achieve this?

A: The first thing to do to reduce stress levels in the real world would be to shoot all the lawyers. From a slightly more practical point of view, I found out some interesting things on this subject when I was coaching an English professional football team.

As it turned out, if the players had a game on Saturday, it took until Wednesday for their sleep patterns to return to normal. In other words, they suffered from a kind of jet lag even when they were playing at home.

I told them to go back to their hotel rooms and turn off all electrical devices to deactivate electromagnetic fields - TVs, alarm clocks, cell phones, etc. - and then make the room as dark as possible. Then they should make the room as dark as possible and wear a sleep mask over their eyes. The next day I felt like they wanted to kiss me. They told me that this was the first time they felt like they had really slept.

We were made to live in caves. It should be pitch black. And cell phones release electromagnetic radiation. Get rid of these things and you will reduce your stress and sleep better. Turning your bedroom into a bat cave will increase the amounts of melatonin and growth hormones you produce during sleep. That alone will make you grow.

Another thing you can do is take a time management course. For example, I only answer emails twice a day. There are lots of little things that can really add up to reduce stress - and that's important.

We experience a hundred times more stress today than our grandparents did. Stress is responsible for up to 90% of all visits to the doctor. With anxiety disorders, sleep problems, depression, stomach ulcers, etc. affecting millions of people, stress could already be considered epidemic.

Stress promotes heart disease, diabetes, mental disorders, sexual dysfunction and digestive problems. It suppresses the immune system and lowers testosterone levels. Stress can lead to muscle loss and fat gain.

Everyone is exposed to stress. Unfortunately, this is the norm and not the exception. As a result, our bodies tend to function on adrenaline and cortisol. This can be great when you're being chased by a lion, but it's not particularly useful when you're simply going about your daily tasks.

So do something to control stress. Improving your sleep and learning good time management are the first steps.

Melatonin... between the legs

Q: What do you think of melatonin supplementation to promote sleep?

A: This often makes sense for people over the age of 31. You don't need a high dosage - 3 mg should be enough - and the best way to deliver melatonin to your body is in the form of a cream. Rub it on the inside of your thighs where the skin is thin. And because the melatonin supplied in this way is not slowly released from the food, you won't wake up groggy the next morning.

I take melatonin with me when I go on long trips and people often wonder why I don't suffer from jet lag. Well, during the first night I stay awake as long as I can and then apply the melatonin cream.

Something else that is good for natural melatonin production is to dim the lights after dark. Your body will produce more melatonin in the dark.

Delusional fat people, calipers and laser guns

Q: How low does your body fat percentage generally need to be for the abs to be visible?

A: The magic number is 9.8%. Well, there are a lot of people who see imaginary abs, but a line doesn't count. The top row of abs can be visible at a body fat percentage of 15%.

If you can see the vertical line in the middle of the rectus abdominis, then your body fat percentage is less than 10%. Now you can see all the lines.

I remember a professional baseball player in Sports Illustrated who claimed to have a body fat percentage of 6%. There was also a picture of him in that article that looked more like 17%. At 6%, you could have seen his pancreas producing insulin.

People like this are either delusional, using bad body fat measurement equipment, or using sloppy testing protocols. All of these electrical body fat measuring devices tend to be inaccurate. If you are good with a caliper, your reading can be as accurate as a Dexa Scan, which is the industry standard today, to within one percentage point.

Scientific studies and my experience show that it takes about 400 subjects before you can accurately use a caliper. You simply need a lot of measurements to become proficient.

By the way, we are currently testing what could be the future of body fat measurement: Laser guns. Basically, a monkey could perform such measurements. The only limiting factor is that the person taking the measurement has to find the right anatomical markers, but it's not that complicated. You point the laser gun and the laser measures the skinfold.

One of the problems with skinfold measurements with a caliper is how tightly you have to squeeze the skinfold. This is especially true when you are dealing with obese people. The people I deal with want to reduce their body fat percentage from 12 to 5%, but some people start with a body fat percentage of 40%. They are morbidly obese.

And here's something else to consider: eating trans fats changes the composition of body fat - it's harder to compress the skinfold - you can ask any experienced tester. If you do a measurement on someone who eats a lot of French fries and chicken nuggets, it's going to feel a lot different.

There's a reason the National Academy of Science's medical division says the only safe level for trans fats is zero: Trans fats change cell structure. Our bodies don't know what to do with these fats.

Neglected arm muscles

Q: My tricep development is poor, no matter how many tricep presses I do. What can I do about it?

A: You need to stimulate every muscle in the triceps. Most people neglect the lateral muscle head of the triceps.

The lateral muscle head of the triceps needs heavier weights to respond. The two exercises that have been shown to produce the strongest recruitment of motor units are dips and close bench presses with elbows out.

The biceps also have a neglected muscle head: the long muscle head. The long muscle head is stimulated by any type of curl where the elbows are behind the torso, which means incline bench curls.

Most people avoid this exercise because they can move less weight in this position. The result of their inability to leave their ego at the locker room? An incomplete arm development.

Lifesavers and the Insulin Load Index

Q: I'm a woman who stores all her body fat around her middle. No fat legs, no fat butt, just belly and love handles. What does this say about my hormonal profile? How should I diet?

A: Based on our biosignature modulation data, you are probably prediabetic. Therefore, you should eat a low-carb diet and use supplements to increase your insulin sensitivity: alpha-lipoic acid, fenugreek and omega-3, to name a few.

Don't eat foods with a glycemic index of over 50, and even more importantly, avoid foods with a high insulin load. Dairy products, for example, have a low glycemic index but a high insulin load, so you should stay away from dairy products. Fat people should not drink milk.

The insulin load index (or glycemic load) is a better barometer than the glycemic index. Carrots, for example, have a high glycemic index, but you would have to eat a whole field of carrots to get the corresponding effect. The insulin load is therefore quite low.

For women, the waist circumference should be 70% of the hip circumference. If the waist circumference is 85% - which makes a big difference - the risk of diabetes is nine times higher.

Dr. Mark Houston of the Hypertension Institute in Nashville has written a paper on this topic that will be published soon. Basically, waist circumference divided by height is key. If you have a large waist circumference compared to your height, then your risk of high blood pressure, dyslipidemia and diabetes increases.

The cortisol cure?

Q: Should we really be concerned about cortisol? If so, how can we lower it?

A: We should be concerned about cortisol - and not just because of its catabolic effects on muscle. Among other things, cortisol overproduction has also been linked to brain aging.

If your cortisol levels are too high for too long, your hypothalamus - the part of the brain that is crucial for memory - will shrink. Incidentally, it has been found that athletes who produce the highest levels of cortisol also have the highest rates of Alzheimer's disease.

As a hormone, cortisol is something of a double-edged sword. You need it for your energy, but if you have too much of it, it breaks down body tissue. Morning is a good time for high cortisol levels - cortisol is basically what wakes you up and energizes you. However, people who have been exposed to stress for too long suffer from low energy in the morning. This can be a sign of low cortisol levels.

Your cortisol levels should be high in the morning and low in the evening. When people are stressed, this tends to reverse: low cortisol levels in the morning and high cortisol levels in the evening. After a while, cortisol levels are low throughout the day and these people suffer from a lack of energy and depression.

It is well documented in the scientific literature that the less cortisol you have and the more anabolic hormones you have, the more progress you will make in the gym.

Can cortisol be controlled? Yes. The post-workout drink is your most basic tool to control cortisol production from your workout.

Anything that reduces the amount of cortisol you produce during the day will make a big difference. Just 7 grams of fish oil per day, for example, was shown in a French study to reduce the amount of stress hormones a person produces. Rhodiola and Siberian ginseng, both known as adaptogens, can also help to reduce cortisol production.

An interesting note: Wales, Ireland and England have the highest rates of depression in the world and also have the highest omega-3 deficiency. Omega-3 fatty acids increase serotonin levels in the brain. Within 2 years, over 600 studies have been published on the subject of omega-3 and depression. This is another good reason to use fish oil.

If you are serious, you can have an Adrenal Stress Index test done. Some people claim that it can take up to a year and a half to offset serious adrenal fatigue, but I've done it in eight weeks - you just have to do the right things.

The basics of overtraining

Q: What do you think about overtraining? Is this a good exercise? What does this exercise actually train? I see it in chest and back programs.

A: This exercise works both the chest and back, as well as part of the serratus. The best way to perform this exercise is on an incline bench where you position yourself as if you were going to perform reverse incline bench presses. This will allow you to benefit from a longer time under tension as you can overload the muscles for a longer period of time.

In addition, you should train pull-ups as the last exercise so that your latissimus is already pre-fatigued, which will make this exercise friendlier for your shoulder joints. So, for example, do pull-ups first, then rowing and finally pull-ups. I like to perform pull-ups with higher repetitions in the range of 20 to 25 repetitions.

You can do pull-ups with a barbell, dumbbell or even a cable pulley.

The bodybuilding guide for teenagers part 2

After looking at the basics of bodybuilding for teenagers in the first part of this series of articles, in this second part of the series we will look at the topic of training and introduce you to some sample training plans.

Training FAQ:

What kind of training program do I need?

Stick with a program that focuses on basic barbell, dumbbell and bodyweight exercises. You will find sample programs below.

The exercises listed in these programs are effective. They have a reputation as some of the best muscle building exercises and are found in the training programs of the most experienced exercisers.

You don't need complicated training programs that are overloaded with advanced training tricks. The basic exercises are also the most effective. If you can dramatically increase your strength with these exercises, you will also build plenty of muscle mass.

Resist the temptation to train more than three days a week for a while. Stick with this training frequency for a year. Develop a track record of building muscle before you consider using a training program with four training days per week.

Do not try to create your own training program. If you do, there is a good chance that it will be unbalanced.

If you decide not to use a training program from this guide, then stick to another proven beginner training program.

How many sets should I do per training day?

Limit your work sets to a maximum of 20 to 25 per training day. You don't need more than this.

Quality training builds muscle. Resist the urge to try to speed up the process by adding volume. At this point, you will build muscle quickly without volume. Focus on proper nutrition, getting stronger and staying consistent.

What repetition ranges are best?

Stick to 5 to 12 repetitions for most multi-joint exercises. Isolation exercises typically feel better with a repetition range of 8 to 15 reps.

For legs, you can go up to 20 reps per set.

Please understand that these are just guidelines and not hard and fast rules. It is perfectly fine to make minor adjustments to the repetition ranges for a given exercise.

Resist the temptation to train with heavy sets of less than 5 repetitions. These intense sets are not necessary for strength and muscle building.

Don't worry about testing your maximum strength either. If you build strength with conventional muscle building repetition ranges, your maximum strength will automatically increase with it. If you want to test your strength, then spend at least 6 months building strength and muscle and work on improving your form first.

Special considerations for female teenagers

First of all, you should understand that training with weights will not make you bulky and out of shape. Rather, it will improve your athleticism and coordination and make your body look healthier and fitter.

You may need a slightly higher number of repetitions per set. This is fine if you're working on getting stronger (and using progressive overload).

Training sessions for teenagers

Training session for teenagers before level 4

This first workout is designed for teenagers who have not yet reached stage 4 of their development. This workout focuses on building core strength and increasing your confidence while teaching you some of the basic exercises: presses, squats and pulls.

Spend at least a month performing this workout twice a week. Take it easy during this time and increase the number of repetitions if you can, but don't push yourself too hard. Make sure you develop a good feel for each exercise before trying to increase the number of repetitions.

Once you feel confident with these exercises, it's okay to perform this program three times a week and push yourself a little harder on each set.

A word about increasing the weights

Use the same weight for each set of a given exercise. If you are able to reach the top end of the repetition range for that exercise, then increase the weight. It's okay if reps drop slightly after increasing the weight - this is normal. Keep working on adding quality reps.

Bench press - an overview

Bench press Monday is a global institution in pretty much every commercial gym around the world. The same goes for Bench Press Tuesday, Bench Press Wednesday, Bench Press Thursday...I think you know where I'm going with this. Recreational athletes and keyboard heroes act as if bench pressing 130 kilos is something that is easy for every other trainee. The reality is completely different.

Although statistics vary, most sources accept the fact that the average 80 kilo man will manage one repetition at around 80 kilos on the bench. The average twenty-something in this weight class will rarely bench press more than 115 kilos for a repetition (about 10% will manage this) - not to mention the 130 kilos that many brag about on the internet. Commonly used tables for relative strength standards describe 125 kilos for an 80 kilo man as advanced performance.

More observant gym owners will tell you that statistics are unnecessary, as they can see with their own eyes week after week how exercisers struggle with weight on the bench. Watching someone bench press 100 kilos safely without a training partner is rare enough. Seeing someone bench press 140 kilos is almost abnormal - it's that rare.

But why is the bench press an exercise that is so difficult to master when all it involves is taking the weight from the rack, lowering it to the chest and pressing it back up? Why is this (along with strict standing shoulder press) one of the exercises where exercisers are the first to get stuck weight-wise, and why can stagnation in bench press progress be something that lasts for years rather than months?

Perhaps it is because the vast majority of exercisers perform this exercise incorrectly. The first problem is the idea that the bench press is an easy exercise. In reality, as you will see below, it is one of the most technical of all exercises.

There are dozens of bench press mistakes that almost every exerciser makes. The few who master the technique and bench press regularly and consistently are those who bench press 130, 180 and 230+ kilos with impunity. In this guide, we will address the following points:

  • Technical mistake #1: the setup - why your approach is wrong and how you can correct this.
  • Technical mistake #2: The exercise execution - how your form is compromising your progress and why injuries are inevitable if you follow this path.
  • Support: Although the best way to improve your bench press performance is to train bench presses, this exercise is more of a full-body exercise than you realize.
  • The warm-up: Are your "easy" sets possibly holding you back?
  • Ineffective training: A high weight on the bench requires planning, effort and patience. Plan your attack or you'll be doomed to spend all eternity in bench press purgatory.
  • Mentality: Your mind needs to be in the right place every time you move under the bar. Mental strength promotes physical strength.

Technical mistake #1 - The setup

A cursory glance at the pitiful state of the bench press in almost any gym should be enough to reveal a myriad of mistakes that are widespread. However, because few people pay attention to the technical details, the same mistakes are made for years by the same person who wonders why they can never increase the weight on the bar.

Most people see bench pressing as a simple matter of lying down on a bench and getting to work. Of course, this is not the case and a large percentage of all exercisers make mistakes before they even lift the weight off the rack. Below we'll look at the litany of these setup mistakes and describe how they can be eradicated.

Do not reduce the range of motion

Rule #1 with any exercise - and especially the bench press - is to reduce the range of motion when you're trying to increase the weight you're moving. This is common sense: the shorter the distance you have to move the weight, the more weight you can move. Using a wider grip is a method of reducing the range of motion.

In many weightlifting circles, a shoulder-width grip is considered a "tight bench press" - so if you're guilty of using a tight grip, it's time to widen it. Placing your pinky on the outer ring of the bar is a good place to start. From this position, you can increase or decrease your grip width depending on your personal preference. However, it is important to note that a grip that is too wide can cause shoulder discomfort in the long run, which you should keep in mind if you are aiming for huge weights.

Once you've decided on a grip width, it's time to learn to pull your shoulder blades back. When you pull your shoulders back, you automatically reduce the distance you have to move the bar. Even though your head, shoulder blades and butt need to stay in contact with the bench, arching your lower back is an excellent way to shorten the range of motion as your chest will come closer to the bar during the negative phase of the movement.

Pressing without building body tension

Many exercisers view bench presses as simply a chest and tricep exercise without really understanding the full-body nature of the exercise. The idea of building good body tension involves getting completely stiff before you even take the bar out of the rack. World-renowned powerlifter and strength coach Dave Tate says that he presses his knee against a lifter's knee or torso before the bar is removed from the rack. If the exerciser moves even slightly, Tate decides to leave the bar in the rack. But how do you build up good body tension?

Footwork plays an important role. If you allow your legs to just dangle around while you press, then this will seriously limit the amount of weight you can move. If your feet are placed correctly on the floor, you can use the pressure from your legs to do an extra repetition or a few extra pounds on each repetition to increase your strength. There is no such thing as a single correct foot position. Some exercisers place their feet under the bench and push with their toes, while others spread their legs wide and push with their heels.

Experiment and find out what works best for you. Roll your chest up and press your heels (or toes if you're more comfortable with that) into the floor while pressing your trapezius into the bench.

A weak grip

To press huge weights on the bench, you need to grip the bar as tightly as you can before removing it from the rack. When you grip the bar firmly, you activate your forearms, hands and triceps, while at the same time stiffening your body further. Because the bench press takes place on a padded bar, it is often seen as a 'soft' exercise. However, the reality is that in order to move heavy weights, you need to feel quite uncomfortable when the time comes to lift the weight from the rack.

Lifting the bar from the rack

Finally! After all that technical nonsense, you're finally getting around to pressing, right? In reality, we're just getting started. Most exercisers simply push the bar out of the rack and start pressing. This is a mistake for a number of reasons.

When you push the bar up and out of the rack, you immediately lose the body tension you've worked so hard on. Your shoulder blades will be pulled apart and it will be impossible to return to your previous position after you remove the bar from the rack. Instead, pull the bar off the rack or have someone else do it for you. This is done in powerlifting competitions where it is known as a "lift off". Your eyes should be directly under the bar as you remove it from the rack.

You are not allowing the bar to settle

Pushing the bar straight up is a great way to undo all the progress you've made in your technical approach. With extremely heavy weights, it can be dangerous to push the weight up immediately as you may lose control of the bar. A better approach is to hold the bar steady in your hands for about 2 seconds.

During this 'waiting time' your elbows and trapezius will be compressed, pushing you deeper into the bench and giving your body more stability. You will also notice that the bar moves two to five centimetres further towards your chest without you having to bend your arms.

No correct alignment

Before you perform the first repetition, your forearms and wrists should be aligned with the bar. This will help you to push the bar up in a straight line, which is of course the shortest and most expedient route when it comes to strength. This can also prevent your wrists from bending backwards as you press, which can be extremely painful if you have hundreds of pounds on the bar.

Technical problems #2 - The execution of the exercise

For most exercisers, it's a matter of moving the weight up in some way. This is also the reason why you will see many exercisers bouncing the bar off the chest, pressing the bar at a 45 degree angle, training partners doing half the work and lifting the butt as far off the bench as possible. Such artistry not only looks silly, but also contributes greatly to the lack of success with the bench press. Here are some common mistakes in the actual execution of the bench press.

No proper breathing pattern

This may seem like an odd item on a list of bench press mistakes. If you're doing more than three reps of bench presses, you still need to take a deep breath each time you lower the bar and exhale each time you push the bar up from the chest. For sets of less than 3 repetitions, take a deep breath into your abdomen instead of your normal chest breathing.

In other words, your shoulders should not lift when you take a deep breath into your abdomen. This will help you to keep your body stable under the stress of a max attempt. Exhaling during a max attempt will destabilize your body, which will cause you to fail the attempt.

Flared elbows

This is one of the most common bench press mistakes. Although it's not 100% wrong to point your elbows towards you during the press, it puts more stress on your shoulders and increases the risk of injury.

If you pull your elbows towards your body, the bar will usually touch your chest slightly below the nipples. Flared elbows offer a lower lever arm than elbows pulled towards the body, with the latter shifting the load to your triceps and protecting your shoulders. This also ensures that the bar moves in a straight line.

Inconsistent repetitions

This refers to where the bar touches your chest, as well as the depth of each repetition. In terms of the latter, the bar should touch your chest on every repetition. You will occasionally see strong bodybuilders performing partial repetitions, but you better believe they have trained for years with repetitions through the full range of motion before they have reached this level of development.

You need to find a groove where the bar touches your chest in the same place every repetition. This can involve keeping your ego in check, as you need to reduce the weight you are pushing at the moment in the name of your future progress. One tip is to apply some chalk to the center of the bar and do a few reps in a row. If there's a straight line on your T-shirt afterwards, then you're on the right track. If you have the ability to hit the same spot on your chest on practically every repetition, you will have a good groove that will save you energy.

Bounce the bar off the chest

This is a favorite habit of most exercisers who seem to have competitions to see who can bounce the bar the highest. The theory is that you can bounce the bar off your chest with a quick downward movement to gain enough momentum to complete the next repetition. Of course, this is all complete nonsense.

The muscles and connective tissue go through a stretch reflex that gives you the feeling that the bar is bouncing off your chest. At the point of movement reversal, the bar will probably sink into your chest a little as it is quickly lowered and then moved back up at high speed.

In short, bouncing won't really happen and this effect will only occur if you try to push the bar up explosively. A bench press repetition performed in this way is a repetition where you do not have full control of the movement. Allowing a weight that is too heavy to bounce off your chest will obviously lead to injury. You need to lower the bar at a controlled speed, allow it to touch your chest and then push it back up explosively.

The lowering

Lifting the butt off the bench

When you see exercisers lifting their butt off the bench, it's clear that the weight they're trying to push up is too heavy to control. They are assuming a more biomechanically advantageous position and it's a natural instinct that you need to fight to keep your lower back healthy. If you press with your butt off the bench, you can press more weight than with your back arched, but arching your back won't lead to the same problems if you do it correctly. There is no way to press correctly when your butt is off the bench.

If you bench press heavy weights with your butt lifted, your discs will be subjected to excessive compression. If you are currently struggling with this problem, the best way to correct it is to lower the weight on the bar until you get used to a new and safe technique.

Bench press with raised feet

We've already covered this in the section on body tension, but we should mention again here that your chest cannot be more isolated than when your feet are elevated. While you will engage your upper stabilizers more when you lift your feet, this will do nothing in terms of strength and little or nothing in terms of mass or definition. Pretty much the only reason to push with your feet in the air is if you have a lower back problem and feel pain when your feet are on the ground and your back has a natural arch. If this is not the case, then place your feet firmly on the floor and start moving some serious weights!

The magical training partner

No list of bench press failures would be complete without the legendary magic training partner. You should already know the scene: The exerciser bounces the bar off his chest with his elbows out while his training partner does an unnecessary rowing workout and yells "all you, all you!". Let's be clear: having a good training partner will contribute significantly to your bench press training. This is someone who will help you lift the weight off the rack and give you a small amount of assistance on the last repetition or two of your heavy sets. And "help" means giving the exerciser some guidance at the point where they are stuck on their repetition.

What actually happens is that the trainee gets a false sense of their own strength. After 2 repetitions, he is no longer able to complete the repetitions to the end, but he "manages" 8 "repetitions" because the training partner pulls the bar upwards with each repetition. And then the same trainee wonders why, when he trains alone, he is at the end after 2 repetitions with 105 kilos, although he managed 8 repetitions with 100 kilos and a training partner the week before.

If you are the training partner, then do the trainee a favor and put the bar in the rack if the trainee can't do any more repetitions. Otherwise, they will just keep putting weight on the bar, working towards a bench press injury and will soon hit a wall in terms of their progress.

Tips of the week front squat challenge

If you can do that, then you are officially hardcore. If not, then just trying will make you hardcore. Give it a try!

The trainer Dan John has a "fun" challenge where you perform 50 classic squats with your bodyweight on your back in one set. However, I tend to favor front squats - especially if you're pushing yourself to your limits - because keeping the weight in front of your body will help you keep your form under control. Having the bar at the back of your neck will allow you to force one nasty repetition after another, but with front squats you're more likely to drop the bar if your form drops and you bend too far forward.

To adapt the front squat challenge above, your goal is to perform 50 front squats in 4 minutes. You can split these 50 reps into as many sets as you like and time your rest intervals yourself. The clock starts ticking when you remove the weight from the rack and the time ends when you put the bar back down after 50 repetitions.

The four-minute front squat challenge

Start with a weight that you can do 25 to 30 reps at a time (i.e. very light), with the ultimate goal being to complete 50 reps with your bodyweight on the bar.

The key is to work on your gait so that you don't run out of strength too soon. I originally set this as a 5 minute challenge and gradually worked my way down to 4 minutes - so it might be wise for you to do the same.

Always dieting, always flabby

Some women seem to be always on a diet - which is odd, since those same women always seem to be a little overweight. After going on six diets in 2 years, shouldn't a woman be slim?

Here's the problem: Most women who continually make fat loss a priority don't realize that they would become more efficient at burning fat if they simply had more muscle. Eating to weigh less will make women skinnier, which means they have to eat less to stay that skinny. Muscle is broken down, metabolism becomes sluggish, calories have to be cut further and further, and the downward spiral eventually spirals out of control. Soon these women will claim that diets don't work.

Unless they are dangerously overweight, most women would be better off trading their scrawny body goals and fat loss game for muscle growth and permanent slimness. Continuously chasing fat loss in an unproductive way will cause their muscles to shrink more than these women realize. If they made hypertrophy a higher priority than fat loss, fat loss would eventually happen - slowly at first, but continuously and in a healthy way.

Sure, most fat loss strategies work at first - but then the body adapts, plateaus and regresses, and muscle is broken down. This is bad news - especially in the midst of a lot of strenuous exercise, because muscle loss will lead to a scrawny, yet flabby appearance and a compromised metabolism. The best way is for women not to adopt any of the classic fat loss strategies, but to make their bodies more efficient at burning fat. If they then need to diet, only a small and temporary adjustment will be needed to get them back on track. Women who are constantly dieting are either doing something wrong or are emaciated.

The solution

How can women reach a state where dieting is not necessary? By building more muscle with the help of weight training and eating like they want more muscle on their bodies. This doesn't mean eating junk - it means fueling the body with energy for workouts so they can work harder, pump nutrients into the muscles and feel the muscles working. Then when they get to the gym, they have to actually try to build muscle. How? By moving weights that are heavy enough to challenge them and by striving for the positive pain and muscle tension that is an indication that real work has been done.

This is very different from simply going through the motions with pink lady dumbbells. This type of training requires focus and a real desire to build something. It's true that it's harder to build muscle and lose body fat at the same time, but what a woman can do is build muscle so that her body eventually gets better at burning fat even when she's not necessarily trying to.

Correct your dumbbell rowing to build more muscle

Don't pull the dumbbells straight up. Instead, use a J-shaped pulling motion

Pulling the dumbbells straight up when rowing with one arm is a mistake. Instead, pull with a more sweeping "J" motion where the dumbbell starts the movement slightly in front of your shoulder.

The one-arm dumbbell row, performed with one knee and one hand resting on a bench, is a commonly misused exercise that is misunderstood as an upper back exercise for shoulder retractor training. However, it is important to remember that the fibers of the shoulder blade retractors (like the rhomboid muscle) run more on a horizontal plane. Using a neutral grip to pull a dumbbell straight up from the floor to a horizontal body does not allow these muscles to work efficiently.

To really challenge the latissimus, you should use a slightly backward pulling motion that starts just before the shoulders and ends closer to the mid-torso.

Grip the bar firmly during the bench press

Not only will gripping the bar tightly make your grip more secure, but it will also help you use more weight.

Gripping the bar as tightly as possible on the bench press works thanks to increased rotator cuff activation, better wrist positioning and increased aggression.

  1. Gripping the bar tightly sends a signal to the rotator cuff to contract via a process called irradiation. This gives the shoulder joint more stability, which is never a bad thing when you're moving a heavy weight across your chest.
  2. A firm grip on the bar also helps to generate a more positive wrist position. A neutral wrist can grip the bar much more effectively than a hyperextended wrist.
  3. An additional benefit of a firm grip could also be reduced anxiety and increased aggression. Often a trigger stimulus is enough to divert your attention to something more important. For example, you might be nervous about trying a heavy weight. Focusing on gripping the bar as tightly as possible can direct your attention away from this fear. It's a bit like squeezing a tennis ball when you have to endure an uncomfortable medical procedure without anesthesia.

Use stair climbing with extra weights as a conditioning workout

This is one of the best conditioning exercises you can do...if you have the guts.

You rarely see anyone climbing stairs with weights anymore. The main reason for this is probably because this type of training is so damn hard. I used this type of training to prepare for the Fire Fighter Combat Challenge (the hardest 2 minutes in the world of sports), but it's great for basically any type of conditioning workout.

The execution is very simple. Grab some dumbbells and run up the stairs as fast as you can. When you reach the top, turn around and run back down. Pause if necessary and repeat until your heart explodes in your chest, your lungs collapse or your legs give out - whichever comes first.

It's simple, yes, but is it easy? Don't kid yourself, you'll be done after 5 to 10 minutes.

Perform barbell curls with the Jettison technique

All you need is a barbell, a rubber band and the ability to tolerate pain.

How to perform Jettison Curls

  1. Grab an elastic band for this torturous descending set. Place your feet on the band and keep the top of the band parallel to the barbell.
  2. Perform 10 to 12 repetitions of barbell curls with the bar and band together.
  3. Release the band without pausing and perform another 8 to 10 repetitions of barbell curls.
  4. Without pausing, put the barbell down and grab the top end of the rubber band, which is still firmly anchored under your feet, and perform as many more curls as you can.

Bands for biceps?

Do resistance bands have their place in arm training? Yes. Moving the weight without bands does not change the tension and load during the movement, which means that you lose maximum stimulation at different points of the movement due to the lever arm. If you also use bands, you can challenge your biceps at every point of the repetition.

In addition to this, the eccentric or lowering phase becomes more strenuous as the added tension of the bands pulls the weight down. This can provide an enormous growth stimulus for your biceps.

This exercise requires an intense isometric action of the biceps to hold the bar in place. Although this exercise is not primarily a biceps exercise, it will help to make your biceps bigger and stronger, which will be especially the case when performing higher repetitions.

Build a strong gluteus with mechanical descending sets

If this doesn't build a great athletic butt, nothing will.

Mechanical descending sets allow you to progress to a lighter exercise or a lighter variation of the same exercise to add to your training set - a great way to build stubborn muscle. The key is to use exercises that work well together and require little or no change to the set-up so that you can move from one exercise to the next with minimal disruption.

There are many different ways to use mechanical descending sets. One is to start with a unilateral (one-legged/one-armed) exercise and then perform that exercise bilaterally (with both arms/legs). Here is a great example for the gluteus.

Mechanical descending sets for the gluteus

Since you are stronger in a bilateral exercise, a good rule of thumb is to perform twice as many repetitions in the bilateral exercise as in the unilateral exercise. For example, for the gluteus, perform five single-leg hip thrusts per side, directly followed by 10 bilateral hip thrusts.

Deadlifts, overhead presses and the farmer's walk are the most important exercises

If being strong is important to you, then you need to train these three basic movement patterns:

  1. Picking heavy things up off the floor
  2. Push heavy things up over your head
  3. Carrying heavy things over time or distance

If strength is your goal and you're not doing these things, then good luck. Yes, deadlifts, overhead presses and farmer's walks are that important. And yes, pull-ups and squats are good too, but if you can't pull twice your bodyweight up from the floor, press your bodyweight up overhead, and carry your bodyweight 100 meters, then you should work on those strength standards first and then all other goals will be more attainable.
