Massive, muscular arms. You want them. And we're talking about pure muscle mass here - not fat mass. Nobody cares how big your upper arm circumference is if your arm muscles are encased in 5 centimetres of fat. If you don't have a single visible vein protruding from your biceps, then you still have some work to do. This article will show you what you should do.
The secret to muscular arms
To make anything on your body bigger, you need to grow as a whole. While you can build up certain areas to a certain extent without a major increase in body weight, if we're talking about adding 5 centimeters to your upper arms, then your whole body needs to grow.
For every 2.5 centimeters you gain in upper arm circumference, you need to gain between 5 and 7 kilos of lean body mass. The larger your arms are, the higher this value will be. An exerciser who wants to increase their upper arm circumference from 37.5 to 42.5 cm may need to gain 15 kilos, but an exerciser who wants to go from 47.4 to 52.5 centimetres will need to gain between 12 and 15 kilos.
This is the reason why it is so difficult to achieve an impressive upper arm circumference of 50 centimetres. Unless you are genetically programmed to have huge arms, you will need to become more muscular overall to achieve such monstrous proportions. There is no one with 75 kilos who walks around with 50 centimeters of upper arms. This is also the reason why the program described below includes back and leg training.
Know your points of highest resistance
Most exercises with free weights offer maximum resistance in different areas of the range of motion. Since the biceps consist of two heads and the underlying brachialis, each of these areas will end up with slightly more tension in certain exercises depending on the wrist/elbow position and resistance curve.
Even if the term "isolate" is not quite correct, you can shift a greater proportion of the tension to certain areas. In this way you will achieve a more complete development. In the program presented, you will perform three exercises for the triceps and three exercises for the biceps - one exercise for each maximum point of the strength curve - using mainly barbells and dumbbells:
- At the beginning of the first quarter of the range of motion.
- At the middle point of the movement.
- At the end point of the exercise.
A simple rule for arm training
Follow this simple rule before your next workout to prevent elbow problems: Biceps before triceps and biceps and triceps together.
Perform your bicep workout first. This will increase the blood flow around the elbow and provide a kind of "cushion" for the triceps training that follows. In addition to this, you should always train your arms completely on the same day. I've split the arms up at different times, but I've always made the best progress when I've trained biceps and triceps together.
Biceps
1 - Barbell curls with grip modification
This is all about the middle section of the strength curve. You'll perform this exercise in a way that shifts a little more tension to the short head of the biceps first and then change the grip to bring the whole family into play.
Start with a wider-than-shoulder-width grip, pulling your elbows to the side of your body. To bring the short head of the biceps more into play, press your elbows to the side of your body while rotating your hands outward hard against the bar. Try to literally bend the bar as you perform the curl movement. Perform 5 repetitions. Then switch to a shoulder-width grip and perform 5 more repetitions, keeping your elbows pulled to the side of your body. Perform 5 sets of 10 repetitions, using the same weight for all 5 sets.
Choose a weight that allows you to focus on achieving a very hard contraction at the highest point of the movement - not a weight that you have to heave upwards with momentum.
2 - From incline bench curls to standing hammer curls
This is our exercise for the beginning of the strength curve. The first quarter of the movement is usually where the resistance is at its highest. This exercise emphasizes the long head of the biceps and the brachialis.
Exercises like this load the muscle in a stretched position and offer tremendous growth potential. Performing dumbbell curls with the palms facing forward instead of towards each other will place the biceps in a more extended position, stretching the long head of the biceps in particular. There will be an enormous amount of tension at the starting point of the movement.
Use a weight that allows you to perform 10 repetitions with good form. Sit on an incline bench with a steep backrest and perform 10 reps, then immediately stand up and perform hammer curls. Perform as many hammer curls as possible while standing. Perform a total of 4 sets of 10 repetitions with the same weight, although you should find it difficult to complete the fourth set.
3 - Concentration curls prone on an incline bench

This exercise targets the long head of the biceps - the end of the resistance curve. Lie prone on an incline bench with the working arm hanging straight down. Curl and consciously tense the biceps hard at the highest point of the movement, where the resistance curve reaches its maximum. When you reach the highest point of the movement, lift the elbow slightly to further shorten the biceps and achieve a harder contraction (one function of the biceps is shoulder flexion). Control the dumbbell during the lowering movement.
Train one arm at a time. You will find it easier to concentrate on the contraction. Three sets of descending sets of 8 repetitions are the completion of the bicep workout. Use a pair of dumbbells with which you can only perform 8 repetitions. Perform a set of 8 repetitions until muscle failure and then immediately grab a lighter weight with which you can perform another 8 repetitions until muscle failure and repeat the whole thing one more time. Rest for 2 or 3 minutes and repeat for two more rounds.
Triceps
Triceps have three heads, which is where the name triceps comes from. Have you ever seen a guy from behind whose triceps looked like two hams hanging off the back of his arms? That's excellent development of the long and middle muscle head. Have you ever seen a guy whose triceps stuck out to the side, giving his arms an amazing 3D look? That's excellent development of the lateral muscle head.
And just like with the biceps, depending on the exercise and how it is performed, certain muscle heads will get more tension than others. Of course, all three muscle heads will be involved in each exercise, but at this point we are talking about shifting most of the tension to a specific area.
1 - Cable tricep press with a rope grip or a grip with the ends pointing down at an angle
This exercise targets the lateral and middle head of the muscle - and the end of the resistance curve. You can perform this exercise with a grip with the ends pointing diagonally downwards or a rope grip, with the latter you can specifically turn your hands outwards at the lowest point of the movement, but you will achieve a much harder contraction with a simple trick.
At the lowest point of the movement, turn your hands down as hard as you can, trying to turn your hands so that your knuckles are pointing towards the floor. They may not actually point down in the end, but trying to achieve this will create an intense contraction. Perform 5 sets of 12 reps, using the same weight for all 5 sets.
2 - Bench press with reverse grip on the multi press
This exercise targets the lateral and middle muscle head - and the middle section of the strength curve. When bench pressing with a reverse grip, you may find it difficult to hold the bar. This can get to the point where you focus too much on simply moving the weight and trying to stabilize the triceps instead of loading them. Try this exercise on the multi press and you won't have to worry about stabilization. Instead, you'll be able to pull your elbows in tightly and put all the weight on your triceps - especially during the eccentric phase of the movement.
Do not move the bar all the way down to your chest. End the downward movement a few centimeters higher to ensure that your triceps are under enormous tension the entire time. After 3 to 4 warm-up sets, perform 3 to 4 heavy sets of 6 to 8 repetitions, working your way up to a heavy set and then reducing the weight on each subsequent set.
3 - PJR Pullovers (PJR Pullovers)

This exercise targets the long muscle head - the start of the resistance curve. An adduction of the arms is performed by the long muscle head of the triceps, which works together with the latissimus.
No other exercise trains the long head of the triceps as effectively as this one. The key here is to drop the dumbbell down as soon as it passes your forehead and then push it back up using the triceps to the extended arm position.
Perform 1 to 2 sets. Keep the weight slightly lighter and perform more repetitions rather than trying to use ultra-heavy weights. Due to the degree of stretch involved, too heavy a weight could lead to injury. Stick to 1 to 2 sets of 15 to 30 repetitions to give your triceps the rest.
The foundation for body-wide muscle mass: training for your back and legs
Simply going to the gym and only training your arms will not be enough. As you may remember, the size of your arms is limited by the total muscle mass of your body. So do back and leg workouts too, but keep it simple. This will look easy on paper, but the execution will be anything but.
Legs & back: training session 1
Squats
Perform 2 sets of 20 repetitions. Take as much time as you need between these two sets - up to 10 minutes between sets 1 and 2.
Choose a weight with which you can perform 20 repetitions. If you can only do 18 reps, stick with that weight until you can do 20 reps. If you can do more than 20 repetitions, increase the weight. Increase the weight as often as possible while maintaining good form.
Deadlift deficit with straight legs

Perform one set of 15 repetitions, giving it your all. Perform the exercise through the entire range of motion, starting from the floor with a slight bend in the knees. Your latissimus, trapezius, gluteus, hamstrings and everything else on the back of your legs will be completely wiped out after this set. It's only one set, but you have to do it to make it count.
Legs & Back: Workout 2
Walking lunges
Perform walking lunges for the first 15 minutes. Only with your own body weight. Count how many lunges you can do in 15 minutes and try to beat the previous week's total each week.
Pull-ups with an underhand grip
Do these for 15 minutes. Again, you only use your own body weight and count the number of total repetitions. And then try to exceed this value every week. If you are one of those 70 kilo guys who can do 4000 pull-ups in one set, then use so much extra weight that you can only do 15 reps per set.

The serratus anterior is a cool-looking muscle on the side of the upper abdominal muscles. It's not technically an abdominal muscle, but it completes the look of a muscular, defined torso.
The problem is that it's quite difficult to train this muscle directly. In fact, many strength coaches will tell you to forget about training the serratus and instead just achieve a low body fat percentage and do a lot of overhead presses and pull-ups, which bring the serratus into play. That's not bad advice in principle, but you can also target this muscle directly with the following exercise.
Serratus cable crunches
- Stand at the side of a cable pulley with the cable over the top pulley and a D-shaped handle. With your left side facing the cable pulley, grab the handle with your left hand.
- Place your right hand on the left serratus, this will help you to target and contract the serratus.
- Bend sideways in the opposite direction to achieve a full stretch and then crunch the serratus down and slightly forward. Hold the side bent position for a few seconds for the full effect.
- After 6 to 12 repetitions, switch sides and train the other serratus.
This will take some practice. Adjust your position until you feel the serratus contract. Once you have established this mind-muscle connection, it will become easier.

The rule
If your posture is good, double the amount of work you do on each variation of crunches for your back extensors. Why? Read on to find out.
How crunches got bad
Not so long ago, crunches were a basic exercise. Everyone did them. Today, the "in the know" shy away from them. What happened here?
In the seventies and eighties, physiotherapist Vladimir Janda discovered that posture is the result of our everyday habits. How we sit, how we stand and how long we sit and stand directly influences our skeletal structure. He said that it is our daily habits that cause our hip flexors to become hyperactive, causing our gluteus muscle groups to become underactive or inhibited through a process called reciprocal inhibition.
When the hip flexors become very stiff, they pull our pelvis down at the front, causing excessive curvature of the lumbar spine. In other words, the hips cause a tight lower back, which doesn't help anyone.
Janda also formulated a hypothesis regarding the upper body. He said that when we develop a posture where our shoulders hang forward, we put damaging stress on our spine in the middle of the back and around the neck. This is also known as kyphosis.
The problem with these variations of poor posture is the position of the spine. Excessive concave curvature of the lumbar spine with the pelvis tilted forward and excessive convex curvature of the cervical and thoracic spine puts your discs, spinal cord and nerve function in a compromised position. Ultimately, it was this realization that pushed crunches off the main stage.
Since both of these postures stress the spine, any forward bending movement will either increase hip flexor hyperactivity (in the form of tilting the pelvis forward) or damage the spinal cord in the upper back and neck. The problem with this reasoning is that crunches are a necessary function of your abdominal muscles - a flexion of the spine.
Spinal flexion - what you do when you perform crunches - is a necessary component of the abdominal wall because it supports the movement of moving the upper torso forward by shortening the anterior abdominal muscles. This helps MMA fighters land harder punches, gives gymnasts the ability to tighten the legs and roll safely, and makes the average man stride proudly on the beach.
Should everyone do crunches?
This entirely depends. Whether or not you should perform any spinal flexion exercise like crunches depends on the following factors:
- If your hip is tight enough to cause lower back pain, then no. In this case, you need to start with hip mobility and isometric core exercises.
- If you have a posture with your head bent forward, you should work on correcting this before you start doing crunches. Move your head away from your phone, stop twerking and talk to the next woman you meet. Do this with a strong, confident posture by pulling your shoulder blades back and down.
- If you have a forward tilt of the pelvis - a kyphosis - or any other postural issues, then you are already compromising your spine. The likelihood is that you simply need a better exercise program.
If none of the above applies, then you can use the training rules above to your advantage.
Double the training for the lower back
Balance any training of crunches with direct training for the antagonistic muscle groups - your back extensors and lower back muscles - which are the muscles that keep you standing upright. For every spinal flexion exercise like crunches, you need to perform double the number of movements for the back extensors. So if you do one set of crunches on the floor, cable or medicine ball slams, you need to do two sets of the following exercises:
- Rack Pulls
- Isometric Supermans
- Good Mornings
- Reverse Planks
- Gluteus bridge variations
- Hip-Thrust Variations
- Pallof Presses
Anything that isolates the back extensors and combats the effects of spinal flexion will work here.
Get to work
Remember that no matter how many times you bend at the waist to work your abs, you need to do double the amount of work with the opposite movement.
This is not about condemning crunches or the advice of physiotherapists. Rather, it's about understanding the right exercise choice and having a rationale for that choice. If you have a tight hip, lower back or neck pain or walk around with a hunched posture, then you should first work on fixing these issues before attempting crunches.

The thyroid gland needs iodine
The thyroid gland needs iodine - either in the form of iodized salt, in the form of certain foods or in the form of supplements. The body uses this iodine to produce the thyroid hormones T3 and T4.
Iodide is the ionic state of iodine that occurs when iodine combines with another element such as potassium or sodium. Iodide is the form of iodine that is safe for consumption.
About 12% of Americans suffer from a serious iodine deficiency, as urine analyses have shown, and this proportion is likely to be similar in Europe. Many more have moderate iodine deficiency or suboptimal iodine intake. Even if the diet alone can provide sufficient amounts of iodide, this is often not the case in practice. It therefore definitely makes sense to take a closer look at your food choices and your consumption of iodized salt.
If you prepare most of your food yourself and salt it with iodized salt, then you should already have a good iodine intake. If not, then you should increase your use of iodized salt. How much iodized salt is needed if this is your primary source of iodine? If you use iodized salt at full potency, then it takes about 2 grams or half a teaspoon of iodized salt (which is about 936 mg of sodium) to meet your minimum iodine requirement.
Unfortunately, about half of all iodized salt products do not contain the amount of iodide indicated on the label, so a little more iodized salt may be needed to meet the minimum requirement.
In general, fast food, processed food and restaurant food do not contain iodized salt. If the label lists only salt and not iodized salt as an ingredient, then the product does not contain iodized salt. Even sea salt only contains small amounts of iodide. If you don't consume much iodized salt at home, then you will probably benefit from increasing this amount. I recommend 300 mcg of iodide per day, although a little more is fine.
How much iodized salt is too much?
Overdosing on iodine from iodized salt is relatively unlikely unless you are consuming an extreme amount of salt. The American NIH (National Institute of Health) recommends 1,100 mcg (1.1 mg) of iodide as the maximum daily intake and scientific studies support this maximum amount as the upper limit. There is absolutely no reason to consume more than this amount on a daily basis and there are good reasons not to.
Intake higher than this can result in hypothyroidism - and it may not even require that much iodine. A large study from China found that an intake as low as 800 mcg per day can be associated with hypothyroidism.
If you use full-potency iodized salt as your only source of salt, then 800 mcg of iodine per day is equivalent to about 5 grams of sodium per day. This is equivalent to about a whole tablespoon. In general, I like to see athletes consume about 4,000 mg of sodium per day, so this amount is about right.
However, I would recommend that you limit your consumption of iodized salt to no more than half a tablespoon per day, as I see no reason to take your iodine intake to extremes. In practice, some of the iodized salt available does not reach full potency, so some variation should be expected. The range mentioned above leaves room for normal variation. However, it assumes that the salt is added to food after cooking and not before.
For pregnant women, I would recommend avoiding excessive iodine intake, which can come from consuming seaweed or iodine supplements.
Which foods are rich in iodide?
If you are looking for iodine-rich foods, you can meet an iodine requirement of 150 mcg by consuming each of the following foods in the amounts indicated:
- 2.5 cups of milk, yogurt or cottage cheese
- 2.5 baked potatoes with skin
- 12 eggs
- 400 grams of shrimp or sea fish
- 400 grams of turkey
Beef, chicken, pork, rice, most wheat products, fruits and vegetables contain too little iodine to be good sources of iodine. Seaweed or kelp are extremely rich in iodine, but are not particularly widespread in our latitudes. Whey protein concentrate and micellar casein are also quite rich in iodine. It only takes about 80 grams of these proteins to get 150 mcg of iodine.
So if your diet includes several of the above things - or even just a lot of one of them - then you probably won't need iodized salt or iodine supplements. However, if your diet consists primarily of things like beef, chicken, vegetables, pasta and fruit, but is low in the above foods, then iodized salt or a supplement will probably be beneficial.
You'll find different claims on wheat products. Some tables show one or two wheat products as good sources. But if wheat products are rich in iodine, then it is the additives that provide the iodine and these vary greatly from product to product.
Tip: Set personal bests with higher repetitions
Setting personal bests with the 1RM weight is great, but setting personal bests with the 8 or 10 RM will also help you reach your goals.

The sand pile analogy
Let's say you're on a beach and you need to build a pile of sand that reaches a height of 60 centimeters. You'll probably just throw sand on top of a big pile.
Of course, the diameter of the pile would increase much faster than its height. If you are not patient, then you will probably give up because you think you are not making any progress. However, if you are persistent, you will eventually pile up a 60 centimeter high pile of sand, even if it will reach a much larger diameter.
As a beginner, it is sufficient to simply increase the weight on the bar to build up this pile within a short period of time. The "sand" tends to pile up vertically instead of spreading horizontally. However, the more experienced and advanced you become, the more sand you will need to use to make the pile grow. The sand in our case is the training volume.
Set personal bests with higher repetitions
Don't just focus on increasing your max weight for one or three reps, but also consistently strive to set new records at higher reps on your core exercises. For example, if you go from 150 x 10 to 180 x 10 on squats, how do you think your previous max weight of 200 kilos for one repetition will feel?
Even if your ultimate goal is to build maximum strength, you should document and break a number of personal bests. A new best at the 3 RM weight will still mean more relative to your goal than a new best at the 8 RM weight, but all of these increases will lead to progress in the long run.

This is an excellent exercise if your shoulder muscles tend to take on too much work during chest training.
Flying movements with manual resistance
- Lie on an incline bench with a slight incline and perform a set of strict flying movements with a pair of moderately heavy dumbbells, gradually going deeper and deeper into the stretch at the bottom of the movement with each repetition. Don't force this stretch, let your movements increase the range of motion on their own.
- When you reach the point of muscle failure, drop the dumbbells and pick up a lighter pair of dumbbells. Perform more strict reps, with your training partner now gently pushing your elbows down as you lower the weight, forcing you to fight the resistance. Make sure that your training partner stops pushing at the lowest point of the movement. At this very fragile point of the movement, additional pressure is dangerous.
- Move the dumbbells back up and repeat the process. Your training partner should adjust the amount of pressure they apply to your level of fatigue. Therefore, make sure to choose your training partner wisely.
Expect to be exhausted quite quickly. If this is not the case, then your training partner has not applied enough pressure. What makes this exercise better than flying movements with bands, chains or on the cable pulley is the fact that your training partner can also adjust the pressure during the repetition. There is therefore no need to stop, change the equipment, etc. He simply pushes with more or less resistance.
When should you perform this exercise?
Flying movements with manual resistance are best performed after chest press training.

Athletes are different
It's not that an athlete's body works differently than a non-athlete's body. It's much more about the stress the body is put under when someone is exercising intensely. Heavy training doesn't affect all blood values, but it does change some key values that can serve as markers for overall health.
Heavy training causes trauma and stress to the body. Resistance training damages muscle fibers, which leads to the release of different enzymes. Intense running can cause enough muscle damage to change the color of urine due to hemolyzed red blood cells. Hydration levels can fluctuate depending on the training environment. Nutrition is another area that can affect blood levels of various enzymes and markers.
Basics of laboratory values
Blood values are usually grouped together and each of these groups measures different biomarkers that are indicators of the health of different organs and functions of the body.
Each lab value has a normal range, called the accepted range or reference range. Any value that is outside the reference range is considered abnormal. As you can imagine, a larger deviation from the reference range requires more attention.
You can think of the different blood values as pieces of a puzzle. They don't tell you the whole story, they are just one chapter.
Common abnormal blood values
1 - Creatine kinase (CK) levels
Creatine kinase is found in the mitochondria and cytoplasm of skeletal and cardiac muscle, in the brain and in various visceral tissue types. Their primary function is to generate and promote the transport of energy-rich phosphates.
Skeletal muscle, myocardium and nervous tissue are the primary sources of CK-MM, CK-MB and CK-BB. This enzyme catalyzes the reaction of forming energy-rich ATP molecules from ADP. ATP is the energy source of cells for the execution of various reactions and in skeletal muscle ATP is used for the contraction of muscle fibers.
An increase in CK levels is primarily used to diagnose neuromuscular diseases and acute myocardial infarction. Neuromuscular diseases include myopathies, muscular dystrophies, drug-induced myopathies, neuroleptic malignant syndrome and seizures. Since CK levels can be elevated in response to muscle tissue breakdown, intensive training, trauma, severe tremors and even EMG studies can lead to misdiagnosis.
So if your CK levels are elevated, then there is a possibility that this is due to disease, but the levels could also be elevated due to muscle damage that occurred during exercise. These elevations can persist for up to 7 days after training. The more muscle damage that has occurred during exercise, the more the CK levels will rise and the longer they will remain elevated.
2 - BUN (blood urea nitrogen)
BUN is a measure of urea levels in the blood. Urea is made from ammonia, which is toxic to the body in high amounts. At normal pH levels, ammonia is converted to urea, which is filtered and excreted by the kidneys. Ammonia is produced during the breakdown of nitrogen.
One place we find nitrogen is in amino acids - the building blocks of protein. As more protein is broken down, more nitrogen is released and more ammonia is generated. This ammonia is converted into urea and excreted (the ammonia cycle).
A high-protein diet in combination with hard training leads to a higher protein turnover, which results in an increase in urea production, which is perfectly fine. This increased protein turnover can increase BUN levels, which can be a sign of kidney dysfunction and dehydration for your doctor. Make sure your doctor knows the possible reasons for elevated BUN levels to avoid drawing the wrong conclusions.
3 - Alanine aminotransferase (ALT), aspartate aminotransferase (AST)
The liver plays many roles in the body. Among other things, it plays a role in the conversion of amino acids. Two enzymes involved in the conversion of amino acids are ALT and AST. These enzymes are commonly used as markers of liver damage.
ALT is mainly found in the liver, which is why it is more specific for hepatocellular damage (liver damage). AST is found in the cytosol of many cells such as muscle, liver, brain, lung and pancreatic cells, making it less specific for the liver. AST and ALT can both be elevated after acute exercise. One study found that levels can be elevated for up to 7 days after exercise in men who are not used to training with weights.
The muscle damage induced by intense endurance training or intense training with weights releases these enzymes into the bloodstream, which can lead to an abnormal blood test.
It has been shown that high-protein diets can also increase the concentrations of these enzymes. This increase has nothing to do with liver damage. The body regulates the production of these enzymes upwards when you consume more protein.
It is easy to see that a combination of hard training and a high protein diet can cause increases in AST and ALT levels. Of course, a disease process could also be involved, which is why you should not simply ignore such elevations in general, especially if they occur in combination with other symptoms such as abdominal pain, jaundice, changes in the color of the stool and a darkening of the urine.
In addition, alcohol and certain medications can also cause an increase in liver enzyme levels.

In the field of kinesiology, the origin of a muscle is the point where the muscle is attached to the bone and the insertion is at the more mobile of the two structures connected by the muscle. If you can perform superset exercises that combine these two opposing functions, then you stimulate muscle fibers at both ends and you achieve supercompensation.
Here's a nasty superset for the biceps:
- Perform 4 to 6 pull-ups with a tight underhand grip.
- Pause for 8 to 10 seconds.
- Then perform 8 to 10 repetitions of dumbbell incline bench curls.
- Perform a total of 5 of these supersets, resting about 2 minutes between supersets.
Here's what happens
When you perform pull-ups with an underhand grip, the elbow is the origin and the attachment is at the shoulder. If you then perform incline bench curls, it's the other way around: the origin is at the shoulder and the attachment is at the elbow. From a mechanical point of view, you are performing two extremes and inducing muscle damage to an extent that goes beyond anything else.
Tip: Perform planks the smart way.
If you can hold planks for several minutes, you're doing something wrong. Here's a better, safer and more effective way.

Planks started out as a noble idea. They quickly became an exercise that anyone could do without much practice. Simply place your elbows on the floor, stretch your body and hold this position for 5 minutes at a time. And soon after, you'll have a solid core that will protect you from back pain and injury.... Wait, not so fast.
The primary problem with traditional planks is a lack of activation of the deeper core muscles over an extended period of time. Progression in traditional planks is achieved by extending the time of the hold in conjunction with increasing the external load on the body. Extended sets can cause postural problems and chronic trauma to the anterior ligaments of the pelvis.
The core is not designed to be activated in isolation over a prolonged period of time. Instead, the deep and superficial muscles must have the ability to be repeatedly activated with maximum force over time.

About four years ago, I injured my left shoulder doing bench presses with heavy dumbbells. I recently found out that I had injured the limbus - the glenoid rim of the shoulder joint. I am now undergoing treatment and hope that this problem will soon be over.
In the meantime, I have spent many hours looking for alternative chest exercises. All of my old favorite exercises including flat bench presses, incline bench presses and dips gloss over my issues, so my options are limited.
I remembered reading an article years ago about reverse grip bench presses / bench presses with an underhand grip that emphasized how great this exercise is. At the time I originally read the article, I could perform any exercise I wanted, so I didn't really believe in the merits of this exercise. Luckily, I remembered this article when I needed it most.
As it turns out, I wish I had been using the reverse grip bench press all along. It's a fantastic exercise and it might even be better for chest development than regular bench presses.
The reverse grip bench press works the biceps and triceps as well as the upper and lower pecs.
The benefits of bench presses with reverse grip
Bench press is the queen of all chest exercises, right? I'm beginning to wonder how much truth there really is in that statement. I've been bench pressing for 20 years. I've bench pressed over 140 kilos on reps and trained both low volume bench presses with heavy weights and high volume bench presses with light weights.
However, one thing was always the case regardless of weight and volume - I could barely feel the exercise in my chest. With the bench press, I get a great pump in my triceps and shoulder muscles. I can feel my triceps and shoulder muscles working and also feel the mind-muscle connection. However, this is not the case with my chest.
However, the bench press with reverse grip is completely different. When I tried this exercise for the first time, I immediately felt the contraction in my chest muscles. Not only did I feel the contraction, but it was a full, deep contraction that I had never felt in my chest before - I had never felt this level of mind-muscle connection in my pecs from butterflies, dips, bench presses, or any other exercise. It was fantastic.
But the benefits don't stop there. Not only did my pecs contract, but so did my triceps and biceps. Who would expect to feel a bicep contraction during a chest exercise?
Another benefit I felt from the reverse grip bench press was the lack of shoulder muscle activation. My pecs, biceps and triceps were doing most of the work. For the first time, my shoulder muscles were not the first muscles to give up on the bench press because they had to carry the biggest load.
When performing reverse grip bench presses, you will work many muscles including pecs, biceps, triceps and front & side shoulder muscles, but primarily you will be working the muscles that will help you achieve more muscular arms and pecs.
Bench press with reverse grip for the upper pecs
Many sources will tell you that the reverse grip bench press is an exercise for the upper chest. I don't want to contradict that, but I also want to tell you that this is also an exercise for the lower chest. Bench press with reverse grip is an all-encompassing chest exercise. Everyone likes to cite a study that showed increased activity in the upper pecs when bench presses were performed with an underhand grip (reverse grip) (1). However, what everyone seems to overlook is what the study doesn't say. At no point does the study indicate that bench pressing with a reverse grip reduces lower pectoral muscle activity.
The study says that bench pressing with a close grip reduced lower pec activation, but when the grip was swapped for an underhand grip, there was no reduction in lower pec activity!
My interpretation of this study is that reverse grip bench presses increase activation of the upper pecs without inhibiting activation of the lower pecs. So you should get all the benefits of bench presses for the lower pecs PLUS additional benefits for the upper pecs.
Beyond this study, I can confirm from personal experience that reverse grip bench presses are an excellent exercise for overall chest development.
Bench press with reverse grip for the triceps
Just like regular bench presses, reverse grip bench presses use the triceps in addition to the pecs to push the weight up. If your goal is to get the most out of your triceps during this exercise, then I recommend using a tighter grip.
The same study I just cited observed increased triceps activation when a tighter grip was used during the bench press. This applies to both regular bench presses and bench presses with a reverse grip. The tighter the grip, the greater the triceps activation.
The study I am quoting here shows that activation of the lower chest is reduced when using a narrow grip during regular bench presses. This means that in regular bench presses, a close grip increases triceps activation but reduces chest activation. What is unique about the reverse grip bench press is that you can use a tighter grip and increase triceps activation without reducing pectoral activation.
According to this study, pec activation was not reduced when a close grip was used if a reverse grip was used. As I interpret this study, this means that you can increase triceps activation by using a close grip without reducing pec activation as long as a reverse grip is used.
That sounds pretty good, right?
Bench press with reverse grip, in addition to being a great exercise for the pecs, is definitely an excellent triceps exercise as well. This makes it the perfect exercise for building more muscular arms and a more muscular chest.
Bench press with reverse grip for the biceps
Bicep training during a bench press exercise? Yes, that's right. Unlike regular bench presses, reverse grip bench presses train the biceps in addition to the pecs and triceps. This one exercise trains all the muscles of the arms and chest.
Due to the position of the elbows and shoulders, the biceps are more involved in this exercise, especially during the concentric (lifting) phase of the movement. When you lower the weight again, your biceps also help to prevent the weight from coming down too quickly.
Have you ever tried forced negative repetitions? Here, a training partner helps you to lift the weight, after which you slowly lower the weight again. You can't move the weight up on your own, but you can prevent yourself from lowering the weight too quickly.
The reverse grip bench press is almost like performing a set of forced negative repetitions for your biceps. These try to control the weight but require support from the biceps and triceps.
It's unlikely that insufficient bicep strength will prevent you from performing this exercise, so you don't need to worry if your biceps can't keep up with the rest of your arms and chest. Perform reverse grip bench presses for a while and they will be able to keep up!
The correct form for performing bench presses with reverse grip
Tighten your chest muscles. Then raise your arms 90 degrees and try to tighten your chest muscles. What did you find out? I guess you couldn't get a good contraction with your arms raised.
Have you ever seen a bodybuilder tighten his pecs on stage? What position were his arms in? My guess is that you will see that his arms are pointing down and his elbows and hands are in the lower abdomen / belly button area.
The natural position in which it is easiest to tighten the pectoral muscles is with the arms raised about 15 to 20 degrees.
What role does this play?
The correct form of the bench press with reverse grip puts us in exactly this position! I believe this is the secret behind the activation of the pecs and the better mind-muscle connection in the reverse grip bench press. You are able to engage your pecs during this exercise because this exercise puts you in a position where it is naturally easy to engage the pecs!
Most of us perform regular bench presses with the upper arms at a 65 to 75 degree angle to the body. Although it is possible to tighten the chest at this angle, it is far more difficult.
The form of the exercise differs significantly between the regular bench press and the bench press with reverse grip. In the reverse grip, the bar will be slightly lower over your chest than in the regular bench press.
As the weight moves down towards your chest, it will also move slightly towards your feet so that the bar will be slightly below your chest at its lowest position.
When you push the bar upwards, it will not only move upwards but also slightly towards your head. I believe that this slight forward and backward movement increases the contraction of the chest muscles.
The grip width is variable, but I find a shoulder width grip the most comfortable. This is also the grip width where I feel the strongest contraction.
You will find that performing this exercise correctly will bring your arms to a 15 to 20 degree angle relative to your torso.
A quick note about putting the weight down and pushing the weight out of the rack. If you are training alone, you may find it difficult to push the weight out of the rack and put it back down when performing bench presses with a reverse grip. To solve this problem, I perform the exercise in my power rack and start the exercise in the lowest position with the bar resting on the safety rack of my rack.
I also finish the set in the lowest position. I adjust the safety rack so that I can just squeeze myself under the bar. If you position the safety rack correctly, you can continue to perform the exercise over the full range of motion.
Performing bench presses with reverse grip in this way allows me to use maximum weight without having to worry about the weight falling on my face when I start or finish the exercise.
Bench press with reverse grip for shoulder pain
I started this article by telling you how my shoulder injury led me to discover the benefits of reverse grip bench presses. Even though I am anything but happy about my shoulder injury, I am glad to have found the reverse grip bench press as an exercise. This exercise has certainly contributed to my gains in the pectoral area.
Reverse grip bench presses tend to put less stress on the shoulder joint than regular bench presses. The natural position of the press and the underhand grip allow the shoulder to remain in a more externally rotated position during the exercise. This makes shoulder impingement less likely.
There are many different types of shoulder injuries and problems and reverse grip bench presses may not be the right exercise for everyone with every injury. For my situation, however, this exercise was a blessing. Reverse grip bench presses allowed me to continue training despite my injury. While regular bench presses aggravated my injury, I hardly feel it when I perform reverse grip bench presses.
How to avoid wrist pain when bench pressing with reverse grip
The most common complaint about reverse grip bench presses is that this exercise causes pain in the wrists. I've had problems like this too.
The problem is that many exercisers cannot turn their hands far enough outwards in the underhand grip to be able to grip the bar in a reverse position. This problem can be solved in different ways.
Bench press with reverse grip with dumbbells
The reverse grip bench press with dumbbells is a great alternative for anyone with wrist pain. I like this exercise and use it regularly.
I particularly like the dumbbell variation with a close grip and love the deliberate hard contraction at the highest point of the movement.
Reverse grip bench presses with dumbbells allow you to rotate the dumbbells to a slightly more neutral position, which reduces the stress on the wrists.
The problem with using dumbbells, however, is that this variation can limit your ability to increase the weight further. You may run out of dumbbells before you have reached your full strength potential.
If you want to use reverse grip bench presses as a substitute for regular bench presses, then you need to be able to move heavy weights.
I would therefore use reverse grip bench presses with dumbbells more as a supporting exercise, perhaps as a second or third exercise in your chest training.
But what can you do if you want to do heavy reverse grip bench presses but suffer from pain in your wrists? Here are some options.
Use a straight bar, but change your grip
One option to minimize wrist pain is to change your grip. Instead of gripping the bar so that it runs horizontally across your hand, try gripping it at a slight angle.
The bar should run from the top of your palm on the thumb side to the middle/bottom of the palm on the other side. This may be uncomfortable for the hands, but it should allow you to perform the exercise successfully.
Use a curl bar

This is my favorite. A curl bar - also known as a SZ bar - will allow you to perform reverse grip bench presses without the wrist pain that can occur when using a straight bar.
Your wrists will be in a slightly less rotated position than when using a straight bar, while still using an underhand grip.
This exercise will feel similar to the dumbbell variation but will give you the stability of a barbell.
There's just one problem here. A SZ bar is often too short to place on the rack. You can't use it in the power rack or on a regular bench press station. You can't load it in the rack and perform the exercise.
At some point, as with the dumbbell variation, you will reach a point where you can no longer lift the weight off the floor to perform the exercise. Here too, the equipment is a limitation.
What is the solution?
The solution is a longer dumbbell bar that is just as long as a regular barbell bar. This bar is also known as a rackable curl bar. It will allow you to increase the weight until you run out of weight plates.
What about incline bench presses with reverse grip?
Incline bench press with reverse grip is possibly the ultimate exercise for developing the upper pecs.
Scientific research has shown that reverse grip bench presses can increase activation of the upper pecs by up to 30%. Another study has shown that incline bench presses increase activation of the upper pecs by around 5% (2).
This means a combined increase in upper pecs of 35% compared to regular bench presses. I believe it could be even more, but there is no study to date that has directly examined incline bench presses with reverse grip.
In my experience, regular incline bench presses are an excellent exercise for the shoulder muscles, but not so much for the pecs. I have spoken to other exercisers and they share my view.
Incline bench presses with reverse grip take some of the pressure off the shoulders, which allows you to contract the chest more. I find that I can achieve a much better contraction and a much better mind-muscle connection with incline bench presses with reverse grip than with regular incline bench presses.
Conclusion
Bench press with reverse grip has a multitude of benefits. It is an excellent exercise for anyone who wants to develop more muscular arms and a fuller chest. Bench press with reverse grip is not just an exercise for the upper chest, but an exercise that will work the upper and lower pecs, triceps and biceps.

When it comes to training the calves, most exercisers don't maximize the potential of their training in terms of hypertrophy.
I'll be the first to admit that the lower legs are the muscle group most influenced by generic predispositions in the sense that some people barely train their calves and still have excellent calf development, while others can't seem to achieve useful calf development no matter what they do.
The guy with the really long Achilles tendon, high-set calves, short muscle bellies and a higher percentage of slow-contracting muscle fibers will have a much harder time when it comes to building his calf muscles than the guy with a shorter Achilles tendon, low-set calves, long muscle bellies and a higher percentage of fast-contracting muscle fibers.
However, with hard, consistent work, most exercisers can overcome their genetic curse and achieve at least balanced lower leg muscle development. If you're the type of person who doesn't care about all the science stuff, then you can skip the following section, but it's important to understand a little of the functional anatomy and biomechanics of the lower legs in order to put together the best possible program for calf growth.
What the science tells us
- If you're an American male, you walk about 7,000 steps a day. If you think of each step as a repetition with limited range of motion and body weight as resistance, you'll quickly realize how accustomed your calves are to low-intensity work. To make a long story short: If you want to make your calves grow, you have to make them do something they're not used to.
- The triceps surae is made up of the gastrocnemius, soleus and plantaris, which share a common tendon known as the Achilles tendon.
- The plantaris is only about 5 to 10 centimeters long and is completely absent in 7 to 10 % of all people, which is why it is not important to talk about hypertrophy of this muscle.
- The difference in the function of the gastrocnemius and soleus is related to differences in muscle fiber length, muscle fiber type and anatomical insertion points
- The gastrocnemius begins behind the knee on the femur. It crosses two joints and comprises a lateral and a medial muscle head. The primary function of the gastrocnemius is to lift the heel (also known as plantar flexion). The gastrocnemius is also a knee flexor or knee flexor. The gastrocnemius shortens during knee flexion, but has an improved lever arm for ankle joint function when the knee is extended. The gastrocnemius produces a weak knee flexion torque when the knee is extended, but the lever arm is improved when the knee is flexed to 90 degrees
- The soleus is a muscle that crosses only one joint. Its primary function is also plantar flexion (downward movement of the forefoot). The soleus only crosses the ankle joint and is not mechanically affected by the knee angle.
- Regarding muscle fiber distribution, one study showed that the soleus consists of 70% slowly contracting muscle fibers and both heads of the gastrocnemius consist of 50% rapidly contracting muscle fibers (Edgerton et al., 1975). Another study showed that the gastrocnemius consists of 56% slowly contracting muscle fibers (Khan et al., 1978). Yet another study concluded that the gastrocnemius consists of 51% slow-contracting muscle fibers (Green et al., 1981), while a final study showed that the gastrocnemius consists of about 80% slow-contracting muscle fibers (Gollnick et al., 1974).
- Depending on the knee angle, it is possible to recruit the soleus or the gastrocnemius more strongly (Signorille et al, 2002; Price et al, 2003; Tamaki et al, 1997; Arampatzis et al, 2006; Cresswell et al, 1995; Kennedy et al, 2001; Miaki et al, 1999). In addition, soleus and gastrocnemius appear to adapt differently to exercise depending on genetic predisposition (Goldfarb et al., 2007).
- There appears to be a large genetic variance in muscle fiber distribution. For example, a study of world-class shot-putters showed that the athletes had between 13 and 67% slow-contracting muscle fibers in the lateral gastrocnemius, with the average being around 38% slow-contracting fibers (Coyle et al., 1978). So it is not wise to assume that you fit the norm and not one of the extremes in terms of muscle fiber distribution
- The medial and lateral gastrocnemius muscle heads function differently from each other - the medial muscle head works much harder than the lateral muscle head to eccentrically counteract knee extension (Andriacchi et al., 1984). One would assume that the involvement of the lateral and medial gastrocnemius muscle heads would be altered by medial or lateral rotation of the hip, but MRI studies by Dr. Per Tesch suggest that an inward position of the toes activates both muscle heads, while an outward position of the toes activates the medial head to a greater extent.
There is also research to support this view, as it has been shown that turning the feet outward increases activity in the middle gastrocnemius and soleus (Campbell et al., 1973).
- There are several muscles that produce plantar flexion. These are the gastrocnemius, soleus, plantaris, peroneus longus and brevis, flexor hallucis longus, flexor digitorum longus and tibialis posterior.
- There are several muscles that produce knee flexion (bending of the knee). These are the leg flexors, the gastrocnemius, the plantaris, the gracilis, the sartorius and the popliteus.
- If you try to bend the knee and perform a plantar flexion of the ankle at the same time, this significantly increases the activity of the gastrocnemius, while the activity of the soleus decreases (Gravel et al., 1987).
- The soleus initiates slow contractions, while the gastrocnemius initiates fast contractions (Cordo et al., 1982). The lateral gastrocnemius has the fastest contracting muscle fibers, the middle gastrocnemius has the second fastest contracting muscle fibers and the soleus has the slowest contracting muscle fibers (Vandervoort et al., 1983).
- EMS studies by Bret Contreras show that heavy standing calf raises activate the gastrocnemius on average more than standing single-leg calf raises, explosive calf raises with a lighter weight and standing calf raises with a 10-second isometric pause at the lowest point of the movement.
Barbell squats, on the other hand, cause greater maximal activation of the gastrocnemius than any variation of the calf raise. It appears that the gastrocnemius must work very hard to stabilize the knee joint and maintain balance during squats. In other words, squats with heavy weights will work the calves quite hard.
What these studies don't tell us
Basically, these studies don't tell us much in terms of identifying the best methodology for calf growth. They give us some clues, but at the end of the day we have to go by anecdotal evidence to put together the best possible program for lower leg development.
Combined methods
On internet forums, we always see the "heavy vs. light reps discussions" when it comes to calf growth. I've always wondered why exercisers who want to maximize the growth of their calves should limit themselves to just one type of stimulus. Why do one or the other when you can do both?
In fact, there are plenty of exercisers who have built excellent calves using only heavy squats and heavy deadlifts, although this method has failed many others. There are also exercisers who have built great calves with high repetition calf training, while others have had no success with the exact same methodology.
As has already been mentioned, there is a huge genetic component to calf development. So if you are genetically cursed below the knees, your only option is to combine different methods and use a wide variance of exercises. For our program, we will use many different strategies, which are described below.
The legendary dictionary
- Bodybuilding/HVT (High Volume Training) - lots of sets and reps, descending sets, paused sets, variety, tons of isolation exercises with medium and high reps.
- HFT (High Frequency Training) - Three training sessions per week.
- EDT (Escalated Density Training) - More sets within a set period of time.
- Powerlifting - Heavy multi-joint exercises for the lower body.
- Squats and deadlifts - trains the calves through their role as stabilizers
- Glute-Ham Raises - trains the calves through their role as knee flexors - a very effective and underutilized calf exercise.
- Heavy Calf Isolation Training - maximizes myofibrillar hypertrophy and recruits high threshold motor units.
- High volume isolation training - maximizes sarcoplasmic hypertrophy and causes greater occlusion.
The program
The muscles of the lower legs are trained three days a week. The interval between training sessions is 48 to 72 hours.
Week one
Day 1
A. Squats 8 x 1 (increase the weight)
B. Glute-Ham Raises 5 x 10 (use the machine version and use the toe plate)

C. Donkey calf raises 3 x 20 (perform one set with hips in neutral position, one set with hips rotated out and one set with hips rotated in)
D. Seated calf raises with pauses 3 x 10 (pause at the highest and lowest point of the movement for 3 seconds)
Week 2
Day 1
A. Squats 8 x 1 (increase the weight)
B. Glute-Ham Raises 5 x 10 (use the machine version and use the toe plate)
C. Standing calf raises (heavy) 5 x 5
D. Leg press calf raises (light) 3 x 20 (perform one set with hips in neutral position, one set with hips rotated out and one set with hips rotated in)
Day 2
A. Standing calf raises on the machine - 1 descending set from hell. Start with a weight you can perform about 8 reps with, reduce the weight by 50% and perform as many reps as possible and then perform as many reps as possible using only your own body weight.
B. Jump rope - 10 minutes
Day 3
A. Deadlift 8 x 1 (increase the weight)
B. Glute-Ham Raises 5 x 10 (use the machine version and use the toe plate)
C. Paused Donkey Calf Raises 3 x 10 (pause at the highest and lowest point of the movement for 3 seconds)
D. Seated Calf Raises 2 x 50
Repeat this cycle three times for a total of 2 months of calf abuse.
After this two-month calf-intensive program is over, go back to a less insane calf training rotation of one or two calf training sessions per week, continuing to use a wide range of exercises and repetition ranges, but keeping the total volume per training session low to allow for supercompensation.
You will likely see your calves continue to grow during this unloading phase, hopefully reaching a level of development that will allow you to go to the beach next summer without jeans.
Summary
Stubborn calves can be a tough nut to crack, as there is a huge genetic factor here that cannot be avoided. But even if you've pulled the ungrateful "calves like a flamingo" card, there's no reason to stop training your calves in frustration. A little science combined with smart program design - and a ton of effort - and you'll be proud to wear shorts without feeling that crippling insecurity. Calf training may not be fun but at least it's cheaper than therapy.
